I’m still feeling my left calf/achilles. My back is pretty tight from yesterday. Out in the garage at 11.
- 10:00 Airdyne (5.1 km, 205 cals)
- 6/6 Seated Single Arm Shoulder Press (25#)
- 6/6 Seated Single Arm Shoulder Press (40#)
10:00 EMOM (alt)
- 45s HS Hold
- 6/6 Seated Single Arm Shoulder Press (50#)
Planned on 5 power snatches here, but decided to substitute with my back feeling how it does from yesterday. No pain, but no reason to risk it by cycling a barbell.
I focused on pushing through my shoulders in the handstand holds to help translate into walking. It was terrible and I nearly failed the shoulder presses in rounds four and five. Got the stimulus I was looking for though when I designed this combo.
This is “LEGS GONE BAD” Volume 2 from Craig Richey. One of the worst workouts I’ve ever done. Over the course of the first 25 times through you can get an idea for how bad it’s going to be. I did singles nearly the whole way, with a brief pause before my next squat. I had six poker chips out and moved one every 25 reps, so got a slightly longer break there, but I tried to get right back in to it. When I got done with 75 reps the clock was at 6:30. I was able to pick up the pace over the last 25 reps and even did a fair number of doubles, which were absolutely horrible at that point. Snuck under 13 minutes with a time of 12:50. I have a feeling that walking will be a challenge for a few days.
- 8 Tricep Press Downs (rope handle on cable pulley, 35#)
- 10 Barbell Curls (65#)
My glutes are a little sore from yesterday. I did my PT at lunch again. Out in the garage at 5pm.
The monster walks burned more today.
- 8 Seated DB Shoulder Press (50#)
- 15 DB Front Raises (8#)
My bench doesn’t go all the way vertical so I had to support my back on my own.
- 10 Ring Pull-ups
- 10 Bench Press (135#)
- 40 Double Unders
First two sets of pull-ups unbroken, then 5-5, until the final 7 at the end. Used an old Rx jump rope and missed a few times in the first two sets but then found a rhythm. My bench felt weak, probably from the 80 burpees I did yesterday. Got 7+7.
Yesterday my glutes and arms were sore from Sunday, but both are better today. Yesterday morning I did the PT kegels and then before lunch I lubed up the treadmill and walked for 20 minutes, which was about 1.25 miles. Had my first full session of PT at 5 and it was great. I’m very impressed so far. We discovered my left glute isn’t activating. I would have bet you money it was working in the test we did; it sure felt like I was squeezing the muscle. Crazy how the wires can be all crossed up like that. Found some more weaknesses and got a bunch of new exercises to do. In the evening I did 6-4-2 of the McGill Big 3 and another session of the kegels.
Today I did all of my new PT exercises before lunch and went to the 4pm class.
- 2x 100/100′ Walking Side Shuffle
- Steamboat PT exercises
- 4x 100′ Walk Backwards
- 30 cal Echo Bike
- 3×10 Push-ups
- Bottom Squat Hold
I tried a few kipping pull-ups and kicked up to the wall. Both felt good!
- 0:00-10:00 (Solo)
- 5 Rounds
- 80′ Sled Push (180#)
- 15 Pull-ups
- 10:00-20:00 (Partner w/ Brandi)
- 3 Mile Echo Bike (switch about every 30 seconds)
- 5:00 Rest
- 25:00-35:00 (Solo)
- 30 DB Walking Lunges (35# DBs)
- 30 Box Push-up Step Overs (24″)
- 30 Seated DB Shoulder Press (35# DBs)
- 30 Strict HSPU
A lot of subbed movements but it worked out well and I got in a great workout.
I did the five rounder in 7:40 with quick choppy steps on the sled but nowhere near a sprint pace. I was able to do 3×5 on every round of pull-ups with just a regular kip! Felt good for not having done any kipping in over a month.
It was written as a two mile bike but that would have given way too much rest compared to the people who were trying to do 3,200 meters on the rower (impossible). Bumping up to three miles was good and we finished in 8:11.
The lunges were fine and unbroken. I planned to use 40 or 45# but those dumbbells must be down in the basement. Worked out well though because the shoulders got blown later with the 35s! I didn’t want to have to go all the way to the ground yet, probably putting my back into flexion at some point, so the box push-up step over was a good alternate instead of burpees over the bar. I did 3×10 on the seated presses and could feel that the handstand push-ups were going to be rough. I barely got two HSPU to start and fought through a total of 5×2 before switching to singles. Ended up getting 15 singles, for 25 total, 5 shy of finishing.
McGill Big 3
- 7-5-3 Curl-up
- 7-5-3 Side Planks
- 7-5-3 Bird Dogs
Been doing 6-4-2 for a week so it’s time to increase the reps. I also went side to side today on the side planks, passing through a regular plank instead of doing all 7 on a side before switching. So there was no true rest after each side plank like the few seconds I’d get the other way between reps.
Yesterday I started PT and had the evaluation. He thinks my big muscles around the spine are doing too much of the work and the smaller stabilizer muscles aren’t firing. Since I wanted to go with a Monday and Thursday schedule he gave me a few things to get started.
Yesterday I did those twice, did the McGill Big 3 and power walked a mile on the treadmill at about 3.8 mph. Before lunch today I walked 20 minutes and did the PT exercises. Then went to the 4pm class.
- 30 cal Echo Bike
- 2 Rounds
- 10 Scap Pull-ups
- 10 PVC Passes
- 10 Air Squats
- 10 Push-ups
Air squats were a little iffy, so I held on to the rig for the second set.
- 12 Seated DB Shoulder Press (30#)
- 12 DB Lateral Raises (10#)
I used a slight incline on the bench so that it wouldn’t be sitting at a straight 90 degrees and I put an AbMat at my low back. Class was doing shoulder presses. The raises were becoming a challenge after a few sets.
- 8 cal Echo Bike
- 8 Step-ups (22″)
- 2×50’ Sled Push (90#)
- 8 Bench Press (135#)
All subbed movements for cal row, high box jumps, burpees, and dumbbell snatches. The sled push was a good idea from Casey and today was the first time I’d done some step-ups since the injury. Felt more like myself today, though I still didn’t get my heart rate up that high. Finished in 15:16.
McGill Big 3
- 6-4-2 Curl-up (10s hold)
- 6-4-2 Side Planks (10s hold)
- 6-4-2 Bird Dogs (10s hold)
I’ll do another round of the PT exercises tonight.
Landed in Dubai around 11:30pm last night, got to my Airbnb, showered, and went to sleep around 1:30. I closed my eyes a bit on the Detroit to Paris flight, but didn’t really fall asleep, so all of the sleep I had was the hour nap in the afternoon on Thursday. Long travel “days.” I only got 6 hours in bed last night, but woke up on local time, which is a key to beating jet lag. Went out for breakfast and walked around the marina a lot. Took a 90 minute nap, chilled in my room, and then hit the fitness center at 4.
5:00 Stationary Bike
Did 72 cals and 2.89 km, though I don’t really know if it’s km or miles.
Warmed up seated shoulder presses with ten reps each using 20, 35, and 45 pound dumbbells. Not really sure on the weight of the DBs; each plate is marked and I’m assuming it’s pounds because of the feel, but I guessed another five pounds for the handle.
- 4:00 EMOM (alt)
- 15 HR Push-ups
- 10 DB Seated Shoulder Presses (45#)
- 6:00 EMOM (alt)
- 12 HR Push-ups
- 10 DB Seated Shoulder Presses (35#)
Planned on doing all ten minutes the way I started. I thought the push-ups might be too many, but I did not expect the presses to get so hard that early.
- 2×20 Steps (25# DBs)
- 3×20 Steps (30# DBs)
Molly did a ton of these a few days ago and said it lit up her hamstrings. We figured they’d be good for my back issues.
10:00 EMOM (alt)
- 35s Handstand Hold (facing wall)
- 25 Air Squats
I’m really trying to push through my shoulders with these holds. Everything except my hands are right up touching the wall (even my nose). With my hands a bit back I’m hoping it’ll improve my mobility. This got my heart rate up.
Walked 18 holes yesterday. Went to the 4pm class.
- 300m Row
- 15 Push-ups
- 5 Rope Pulls
E5M – 4 Rounds
- 500m Row
- 25 Hand Release Push-ups
- 3 Rope Climbs (13′)
I pulled 1:45.4, 1:45.3, 1:45.3, and 1:44.8 (?) paces on the rows and did all of my push-ups in sets of 5, with progressively longer rests between sets. On the first two rounds I did the rope climbs back-to-back-to-back, but then for the final two rounds Brandi was ready to jump in after my second climb and I needed a breather. My round times were 3:05, 3:22, 3:45, and 4:03.
I was thinking the other day how it had been a few weeks since rope climbs came up. I’m really loving how much running and rowing there is in this Kryptonite affiliate programming. I don’t always like the cardio, but I’ve thought for years that the gyms I’ve been a been a member of don’t program enough monostructural work. Feels like it’s paying off.
- 8 Seated Dumbbell Shoulder Press (40# DBs, 2-3s descent)
- 8 Two Handed Dumbbell Bent Over Row (40# DBs, 2-3s descent)
- 20 Hollow Rocks
I’m sure I wasn’t that slow on the descents, but much slower than normal.
Counting this as the 17th workout from the shoulders program, which would have been…
- 5/5 Thoracic Rotation
- 5 Yoga Push-ups
3 Sets (each arm)
- 10 Single Arm Shoulder Press (50#)
- 1:00 Rest
Played another solid round of golf yesterday, with an 82, which was 2nd best at the course. Out in the garage in the evening.
Still feeling great!
Wore a belt for the final 3 sets. Not very fun.
- 3×20 Seated alt DB Shoulder Press (40-45-45#)
- 3×10 Pallof Press (CS Blue)
- 3×15 DB Front Raises (15#)
- 3×10 DB Side Raises (20#)
- 3×10 Shoulder Ts (CS Blue)
That wraps of week 7 of the Hybrid Push Only program. Still loving it, though today was a lot of accessory work!
- 250m Ski Erg
- 50 Sit-ups
- 25 MB Cleans (20#)
- 100 DU (62-0-38)
- 50 Sit-ups
- 25 MB Cleans (20#)
I wanted to go a bit on the erg since I’d be able to catch my breath on the sit-ups. Averaged a 1:45/500m to get through it in about 52 seconds. Should have pushed harder. Never stopped on either set of sit-ups or cleans, though the first set of medicine ball cleans was slower. I got 62 double unders to start, then missed again, and then got the last 38. Finished the workout in 8:50.
Had been planning to go class yesterday, but was a bit tired during the day so made the call early to make it a rest day. Went to 10am today.
- 3×15 RH (140#)
- 2 Sets
- 5 Inch Worms
- High kNees
- 10 Air Squats
- 10 HR Push-ups
Strength – 4 Sets
- 10/10 single arm single leg RDL (62#)
- 5/5 OH walking lunges (62#)
Did my own version since it was programmed to de RDLs and lunges.
“Wall Ball Kalsu”
- EMOM Buy-in: 5 Burpees
- Accumulate 100 Wall Balls (20#, 10′)
I made the call today that we were starting with burpees like it should be. I got 24-20-19 and then on the 15th rep of the 4th set I felt something and on #16 I got a minor back tweak. Clock was at 3:49 through 79 reps when I finished. I was killing it! Would have gotten a few more reps there and then could have finished in the next minute. I’ve done 4:50 in the version that doesn’t do the 5 burpees during that initial minute, so this would have been a nice improvement.
So I skipped out on the medicine ball sit-ups they did and figured I might as well get in my Push Only work for the weekend.
Seated Shoulder Press
Subbed these instead of push press due to my back. Different.
- 3×24 Seated alt DB Shoulder Press (40#)
- 3×15/15 Pallof Press (red band)
- 3×12 DB Side Raises (15#)
- 3×12 DB Front Raises (15#)
- 3 Sets
- 20 Shoulder Ts (prone on elevated bench hanging over the edge, 5#)
- 3x30s Overhead Opener
I’m so used to having the combination of side raises and then bent-over side raises I didn’t realize there were front raises. There were supposed to be first, but I was already 2 sets through the side raises when I realized the program difference. I decided to superset in the overhead openers from the Performance Plus program.
- Handstand Shifts (video)
- 3×8 Scaled with feet on plate stack
- 3 Sets
- 1:00 HS Hold (facing)
- 1:00 Rest
😂 I tried doing the sponge shifts up on the wall but wow! I was using the eraser from the whiteboard. After 2 attempts I went for scaled, which was no walk in the park either. Instead of doing 3 max sets of handstand hold I did the intervals since I’d already worked my shoulders so much. Barely made it through the last 2 sets.
