Was Killin’ It

Had been planning to go class yesterday, but was a bit tired during the day so made the call early to make it a rest day. Went to 10am today.

Warm-up

  • 3×15 RH (140#)
  • 2 Sets
    • 5 Inch Worms
    • High kNees
    • 10 Air Squats
    • 10 HR Push-ups

Strength – 4 Sets

  • 10/10 single arm single leg RDL (62#)
  • 5/5 OH walking lunges (62#)

Did my own version since it was programmed to de RDLs and lunges.

Conditioning

“Wall Ball Kalsu”

  • EMOM Buy-in: 5 Burpees
  • Accumulate 100 Wall Balls (20#, 10′)

I made the call today that we were starting with burpees like it should be. I got 24-20-19 and then on the 15th rep of the 4th set I felt something and on #16 I got a minor back tweak. Clock was at 3:49 through 79 reps when I finished. I was killing it! Would have gotten a few more reps there and then could have finished in the next minute. I’ve done 4:50 in the version that doesn’t do the 5 burpees during that initial minute, so this would have been a nice improvement.

So I skipped out on the medicine ball sit-ups they did and figured I might as well get in my Push Only work for the weekend.

Bench Press

  • 10×45#
  • 10×95
  • 6×135
  • 3×165
  • 3×195
  • 3×215
  • 4x3x230

Felt easy!!

Seated Shoulder Press

  • 10×45#
  • 10×75
  • 6×95
  • 3×115
  • 3×125
  • 3×135
  • 2x3x145

Subbed these instead of push press due to my back. Different.

Accessory

bench-on-boxes

  • 3×24 Seated alt DB Shoulder Press (40#)
  • 3×15/15 Pallof Press (red band)
  • 3×12 DB Side Raises (15#)
  • 3×12 DB Front Raises (15#)
  • 3 Sets
    • 20 Shoulder Ts (prone on elevated bench hanging over the edge, 5#)
    • 3x30s Overhead Opener

I’m so used to having the combination of side raises and then bent-over side raises I didn’t realize there were front raises. There were supposed to be first, but I was already 2 sets through the side raises when I realized the program difference. I decided to superset in the overhead openers from the Performance Plus program.

Performance Plus

  • Handstand Shifts (video)
    • 2×2
    • 3×8 Scaled with feet on plate stack
  • 3 Sets
    • 1:00 HS Hold (facing)
    • 1:00 Rest

😂 I tried doing the sponge shifts up on the wall but wow! I was using the eraser from the whiteboard. After 2 attempts I went for scaled, which was no walk in the park either. Instead of doing 3 max sets of handstand hold I did the intervals since I’d already worked my shoulders so much. Barely made it through the last 2 sets.

Another PR Double

My hamstrings seemed to feel those RDLs when I woke up, but by the time I got to the gym at 9 I wasn’t feeling it. Did Crossover Symmetry Activation before heading to the platform.

Clean & Jerk

  • 2x5x20kg
  • 2x3x40
  • 3×60
  • 2×70
  • 2×80
  • 2×90
  • 2×95
  • 2×100
  • 2×105
  • 2×110
  • 2×115
  • 2×120 (PR)

I think 115 was a PR double as well and maybe even 110. My jerk is sloppy from not lifting heavy lately. The shoulder work I’ve been doing allowed me to hang on and stabilize several reps though. Became a real mental battle on the second rep after 100kg. That is multiple PRs on both my snatch and C&J doubles this week.

Conditioning

“Reverse Kalsu”

  • 100 Burpees
  • EMOM – do 5 Thrusters (75#)
    • We used ~30% of our max

Yes, you start with thrusters! No free minutes to make your time look better. :-p Got 13 burpees in the first minute, settled in to 11 for the next 7 rounds and then a final set of 10 to finish in 8:49. This was really all about finding the correct pace.

Had thought about doing Rowing Kalsu today but figured I should probably do this, which was programmed yesterday for classes. No 🍒 picking!

Midline

5 Rounds

  • 18 GHD Sit-ups
  • 12 Russian Twists (55# plate)
  • 3/3 Turkish Get-ups (35#)

Not timed, but moved without resting much between movements. Been doing weighted GHDs for weeks so unweighted was a nice change.

Recovered with some pizza.

Run

After mowing the lawn I took off for a 2 mile run, which took 16:47. Times keep coming down without feeling like I’m pushing. I think the main this is I’m getting more comfortable running at higher heart rates. Garmin reports an average of 146 beats per minute for today’s run. I’m also trying to improve my breathing and cadence.

Pace by week

I’ll ROMWOD at some point.

Work Up Quick

Got to the gym around 5. Figured it would be a good idea to get in some heavy snatches in case some sort of max is coming in the Open.

Warm-up

  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • Snatch Warm-up Complex (45#)
  • Pass-thrus

Snatch

  • 3x40kg
  • 3×50
  • 60
  • 63
  • 66
  • 69
  • 72
  • 75
  • 78
  • 81 (missed first attempt)
  • 83
  • 87 (missed first attempt)
  • 90

Starting at 60, Bryan and I went back and forth without much rest other than changing the plates. Worked up in less than 20 minutes because I wanted to do the 5:30 class. Felt like the make at 90 was a good place to stop. Was rusty for sure, so need to get these in more often. I much prefer lifting like this though instead of taking 40-50 minutes.

Strength – Shoulder Press

Class was programmed as 3 rounds of these sets:

  • 3 @ 85%
  • 2 @ 90%
  • 1 @ 95%

I based mine off what my max should be (180#) after a recent triple with 170#.

  • 6×45#
  • 3×95
  • 3×115
  • 3×145
  • 3 Waves
    • 3×155
    • 2×162.5
    • 1×170

I was questioning myself during the first wave, but they actually got easier the next two times through.

Conditioning

“Wall Ball Kalsu”

  • 100 Wall Balls (20#, 10′)
  • 5 Burpees EMOM (Starting at 1:00, so first minute is free)

I don’t like it this way because it doesn’t read correctly and it’s not how you do Kalsu. 🙂 You should start with the burpees as soon as you start the clock. But it’s good to vary things, right? I’ve done it the proper way, in 5:54, a year ago. Today the wall balls felt really light and I was getting in a lot more each minute than I did the other time. Started with 30, then 3 sets of 18, and a final set of 16 to finish in 4:50. I was kind of mad I dropped the wall ball early in the first 2 sets of 18 too, with about 6 seconds left. I could have gotten in 2 more each of those sets.

Update: I found where we did it this same way in October and it took exactly 5:00 then. I’ll take a 10 second improvement! 😀

Midline

8 Rounds (Tabata)

  • 20s Weighted Plank (45#)
  • 10s Rest

This was the worst part of the workout! I wanted to quit after round 4, but made it all the way through them.

Fuck You “Kalsu”

I’ve been “wanting” to do this one for some time. Today is finally the day.

Warm-up

  • 2×10 Reverse Hyper (210#)
  • PVC pass-thrus
  • Bottom Squat Hold
  • Thrusters
    • 5×45#
    • 5×95#
    • 5×115#

Conditioning

“Kalsu”

EMOM (until 100 thrusters are completed)

  • 5 Burpees
  • Thrusters (135#)

Some people incorrectly start with thrusters when the clock starts, but that makes no sense.

The goal is to start each minute with 5 burpees, once you finish the burpees you have the rest of the minute to complete as many 135 lbs barbell thrusters as possible. Once the second minute starts you are on the hook for another 5 burpees. Remember, no starting the thrusters until the burpees are completed and it continues.

John Welbourn of CrossFit Football

My goal was to do 5 thrusters every minute. After 7 rounds, I did my burpees and had to rest. Damn that got nasty fast!  I think I did 3 more rounds and then rested again. I was at 50 reps and switched to sets of 4. I made it through 7 rounds before resting one more time. Somewhere in there I screwed up my count too because I did 5 sets of 4 to finish. 10×5=50 and 12×4=48. I realized it after I was recovered and thinking about my rounds. Whoops! Too bad, I’m not doing it again. Finished my *98* reps at 24:36 on the clock.

I don’t plan on trying this again anytime soon, but a note for next time is to switch to sets of 4s early when I feel like resting and just try to keep going without the zero thruster minutes.

Accessory

5 Sets

  • 5 Good Mornings (135#)
  • 15 Sit-ups

Originally I had decline push-ups programmed. Haha! No idea what I was thinking. Shoulders were smoked after the 125 burpees and all of those thrusters. Easy decision to change to sit-ups.

More Conditioning

5 Rounds each w/ partner (alt rounds)

  • 20 H2H Russian KBS (53#)
  • 30 Lateral Bar Hops

Nothing crazy here. Did it with Bryan and it took us 8:55.

Limit Your Burpees

Took a complete rest day yesterday. First one since February 6th. Drove me nuts, but I needed it. Shoulders were pretty wrecked from Sunday.

Strength

Shoulder Press

  • 10×45#
  • 6×75#
  • 6×95#
  • 6x6x115#

Recommended at 65%. Fast quality reps. Felt good not to struggle.

Conditioning

Wall Ball “Kalsu”

  • EMOM: 5 burpees (including @ 0:00)
  • Accumulate 100 wall balls (20#, 10′)

My goal was sub 6 and I made it. It’s a little fuzzy, but I think I was at 22-38-53-68-83 for my minutes, so I had 17 to go at the end. Knew I didn’t want to do another 5 burpees for a rep or two, so went a little faster through that 5th minute of burpees and sped up the wall balls to finish with time to spare in 5:54. Good mental battle with this one.

Midline

5 Rounds

  • 10 Sit-ups
  • 20 Russian Twists (53# KB)
  • 30s Plank

Went all unbroken. Took me 8:25.

Something I’ve realized in the last few days is that after cutting back my volume leading up to the Open, I’ve been feeling great during workouts.
