I got about 9 hours of sleep last night! Workout at 4pm.
Handstand Balance Breakthrough
Forgot to do any wrist warm-up. Whoops!
The tuck balance felt much better than the first time we did them. The hold was only programmed as 15 seconds, but that seems like a waste of time, so we did a minute.
- 5 Weighted Ring Dips (25-30-35-40-45#)
- 12 EZ Bar Preacher Curls (56-66-66#)
- 12 French Press (60# DB)
- 12 Tricep Pulldowns (underhand, 71#)
- 8/8 Static Hammer Curls (30# DBs)
6:00 EMOM (alt)
- 30s Tricep extensions on Ski Erg
- 30s Bicep Curls on Rower
- 200m Run
- 25 T2B
- 30 Burpees
- 35 Sit-ups
- 40 Double Unders
- 45 Hollow Scissor Kicks
I went 20-5 and 10-5-5-5 on the toes-to-bars and wasn’t wearing any grips. My double unders were not very good today. Went 30-15 on both sets of scissor kicks. Finished in 14:06.
My hands are tight, I can feel my lats some, and my legs are a bit sore. Overall pretty good the day after Murph though! Out in the garage at 3:30 to put together my new toy!
Nothing like 90° and high humidity for a workout!
- Monster Walks
- Pause Front Squats (3s)
- 3 Front Squats (3s pause)
- 8/8 Lateral Step-ups (30/24″)
- 2:00 Rest
I didn’t go crazy on the weight after the 300 air squats yesterday. Went 3 sets with 135 pounds, 145, and 165. Felt solid.
- Buy-in: 40/32 cal BikeErg
- MAX alt Single Arm Devil’s Press (50/35#)
**5:00 Rest & Repeat
Wasn’t sure how the calories turn over on the bike compared to the rower and skier. Seems pretty similar to the rower though. I was holding around 1,500 cal/hr. First time I got 27 devil’s presses and then 30 the next time. Doing the single arm variation was a good intro back to the movement for me with my back and felt good
I watched a couple of quick videos earlier that said you want to hold 80-95 RPM and then change your effort based on the damper, which was good for me at about 5. I also watched how to setup the seat and handles and ended up on the 23 setting for both. May have to mess around with higher handles to see how it feels.
- 10 Weighted V-ups (25# plate)
- 20 Side Plank Jumps
- 30 Hollow Scissor Kicks
After round one I knew this was going to suck. Held on for unbroken though, finishing in 7:29.
Great sleep and recovery, but my arms and back are sore from yesterday! Out in the garage at 4pm.
- 5:00 Airdyne (103 cals, 2.55km)
- Monster Walks
- DB Snatch
- 5/5 @ 20#
- 5/5 @ 35#
- 3/3 @ 50#
10:00 AMRAP – Support Your Local Box Fundraiser #1
- 10 Air Squats
- 9 DB Snatches (right, 50#)
- 10 Push-ups
- 9 DB Snatches (left, 50#)
I was afraid of so many snatches. That’s a lot of bending over that I haven’t been doing. I purposely started out slow to get a feel for it. When I get past the five minute mark I knew I’d be good and started to pick up the pace. Really should have gone faster on the air squats the entire way. Got through 7+10 (276 reps) and I’m pretty happy with that. My back will be tight tomorrow, but I didn’t have any pain. Took a bit to recover after that one.
- 10/10 Weighted Step Downs (15″, 40# vest)
- 20 Kossack Squats (alternating, 40# vest)
You don’t realize how much legs actually get used in that AMRAP. This was tough!
4 Rounds (30s work, 30s rest)
- 30s V-ups
- 30s Hollow Body Scissor Kicks
- 30s Russian Twists
- 30s Leg Lifts
I got this one out of a recent Kristi Eramo video and it was a dandy. No weight needed for those twists!
As planned, I took the weekend away from the gym. Went up north to my parents for a couple of days. All day Saturday was spent working in the garage with my Dad. We built a 18 x 24 x 40 plyo box, a weight rack, some risers for my squat stand, and another small platform that can be used under the box for higher jumps. I drove back home on Sunday morning so I could make it to Gym Jesters at 2pm. We worked on back tucks again, some cart wheels, and hand stands. I got a nice stinger in my left ankle doing back tucks on mats on the floor.
The rest from WODs felt good, but I was ready to get back at it today. I went in for the 9am.
- 15s Jumping Jacks
- 15s Air Squats
- 15s Mountain Climbers
- 15s Jump Squats
5×3 Low Box Squats
Last week I only got up to 175# for the 5×5 and was pretty disappointed. They didn’t feel right at all. I think it was mostly because I was tired from Sunday’s competition. Today was a completely different story. Warmed up with a set of 3 at 95# and then my working sets were:
Last two sets were tough, but felt good. I used a narrower stance this week and really concentrated on pushing my knees out. That’s 40# above the weight I did last week.
- 20 Pistols (alternating legs)
- 20 Burpees
I started out doing Rx pistols but after 3 on my left leg I had to grab a box because the ankle stinger was killing me. Right leg was fine. With the delay to grab a box and get setup, I still finished first in 12:08. Last time doing pistols my low back gave out and I had to use a box and today my ankle couldn’t handle it because of hurting it yesterday. Some day I’ll get back to doing Rx Pistols!
My grip and core strength is really improving because I was able to do every set of K2E unbroken. The scissor kicks seemed really easy today too.
Later at night I did some upper body strength work in the garage. I did dynamic effort bench pressing which is all about speed in the reps and one minute of rest between each set.
- 2×3 @ 45#
- 1×3 @ 95#
- 1×3 @ 115#
- 8×3 @ 135#
Biggest class I’ve attended, but Tuesday is usually pretty big because there is only a 5:30pm and a 7pm at night. I think we had 18 or 20 people there. It’s cool to see the box growing especially in the new space.
- 200m Run
- 50 Jumping Jacks
- 50 High Knees
- 50 Butt Kicks
Pretty easy warm-up, but it did its job and got the blood flowing.
- 5 Box Jumps
- 10 Wall Balls
I used a 28 inch box and a 20# MB. Started out strong going rep for rep with the fittest guy in the gym, but I couldn’t keep up and fell 2 rounds behind him by the end. I completed 15 rounds + 4 box jumps, so that’s an entire Karen in there.
- 1m Russian Twists
- 30s Side Plank on each side
- 1m Ab Crunch
- 1m Hand Plank
- 1m Scissor Kicks
- 1m Rest
I used a 30# KB for the Russian twists which was plenty with all of the other stuff in there. The ab crunches were probably the hardest but nothing was easy I guess. Had to take breaks during most everything except the side planks and only one short break during the hand planks.
Great workout today and probably the most I’ve sweated during a CrossFit workout since I started. I feel like I lost 5 pounds. It’s not even 60 degrees out, so I can’t imagine what it’s going to be like when it gets in the 80s or 90s with high humidity.
