Some Snatches

My quads are sore from so many OHS and wall balls yesterday. Went to the 4:30 class.

Warm-up

  • 3×15 Reverse Hyper
  • Dead Hang
  • Shoulder Stretching
  • Bottom Squat Hold
  • 4 Sets
    • 3 Hang Muscle Snatch
    • 3 Hang Power Snatch (above knee)
    • 3 Squat Snatch
    • 10 Scap Pull-ups
    • 10 Scap Push-ups

I used 45# for 2 sets and 75# for 2 sets. Did a short pause at the top of all of the scap work.

Weightlifting

It was an EMOM of singles, but I wasn’t getting heavy. Wanted to ease back in by doing reps.

15:00 EMOM

  • 3 Power Snatch

I did 5 minutes with 95# and 10 minutes with 115#, all touch-n-go reps. Felt really good!

Conditioning

With having done so many reps on the barbell already, I swapped out the 15 snatches in this workout for 20 DB snatches. I also felt like running instead of rowing 30 calories. Have to take advantage of this weather while we still have it.

E4M – 6 Rounds

  • 300m Run
  • 20 Dumbbell Snatch (40#, alternating)

Was able to push the runs and hold a good pace on the snatches. Intensity was high and I was able to push the run more each round, and then especially the last 2 when Michelle came out and ran with me. Maybe I should have run 400m, but I’ll take the intensity I got out of this. My splits were 2:05 – 2:06 – 2:01 – 1:58 – 1:53 – 1:50.

Tabata Holds

Golf was rained out yesterday. Really wanted to play, but it was nice to have a complete rest day. Went to the 4:30 class today.

Warm-up – 15:00 EMOM (alt)

  • 10 Russian KBS + 5 American KBS (44#)
  • 8 Ring Rows + 8 Push-ups
  • 10 Glute Bridges

Strength

Class was doing snatch grip presses behind the neck. I doubted I could do them with my shoulder impingement and after attempting 3 reps with an empty bar I was right.

Dumbbell Shoulder Press

  • 2x10x20#
  • 2x10x30#

Pause at the top of each rep.

Conditioning

18:00 AMRAP

  • 10 Box Jumps (24″)
  • 20 OHS (75#)
  • 30 Wall Balls (20#, 10′)
  • 40 DU

This programming the gym is using always has the Rx at 30″ for some reason. It definitely seems geared towards competitors. I was fine with the 24 inch box. I cut the OHS down from 95# to ease back in. I did the OHS in 12-8 every round and wall balls in 12-10-8. Finished 3+45, so 15 of the wall balls.

Midline – 8 Rounds (Tabata)

  • 20s Plank
  • 10s Rest
  • 20s Hollow Hold
  • 10s Rest

I did the second 4 hollow holds with my knees bent up into the tuck position. Not sure if it was any easier because it created a nice cramp in my upper abs.

Weekly Challenge

It’s 5:00 to accumulate as many pounds of power cleans as you can using only 1 bar. I was definitely not attempting to clean for 5 minutes, but I figured I’d try a little test with an empty bar. I got 38 reps in a minute, which I’d definitely not be able to keep up because it would cause such a back pump. 60+ reps with 135# might be doable. If I were to do it with that weight I think I’d try doubles for as long as I could do them.

All Abs

Good crew showed up today.

Warm-up – 3 Sets

  • 10 Reverse Hyper (140#)
  • 10 Bar Taps

Conditioning

  • For Time
    • 3-6-9-6-3 Bar Muscle-ups
    • 7-14-21-14-7 Deadlift (135#)
  • 5:00 Rest
  • 5-10-15-10-5
    • C2B Pull-ups
    • Front Squat (135#)

I wasn’t sure how the lifts would feel, so I took my time on them. I did the muscle-ups in all sets of 3 without a problem. I did the deadlifts 7, 8-6, 9-6-6, 8-6, and 7. Like I said, just took my time on them. Finished at 7:26. My chest-to-bars felt really good, even after all of those muscle-ups. I did 9-6 on the set of 15 and unbroken on the other sets, wishing I had tried to do the 15 unbroken as well. I did the front squats in all sets of 5 and was taking a lot of rest. I wasn’t that comfortable with them and didn’t want to be straining and tweak something again. Finished in 9:22 all because of the squats.

Midline – 5 Rounds

  • 10 Floor Wipers
  • 20 Hollow Rocks
  • 10/10 Wood Choppers (20# DB)
  • 20 V-ups

A lot of volume today!

Update: After sitting on my ass to recover for a couple of hours, I decided I was going to finish cleaning the garage gym. It took me much longer than expected, probably 3+ hours. Well worth it though. I was able to improve the organization to make it easier to get at the bumper plates. I’m going to hang a couple more things up on the wall to open up some floor space as well.

New Runners

Feeling a little beat from the last couple of workouts. Saturday has become my bench day though

No B.S. Bench Press

  • 10×45#
  • 10×95
  • 6×135
  • 3×165
  • 3×195
  • 3×220
  • 3x3x240
  • 2x3x245

Week 3 of the program called for 5×3 @ 240-245. Was feeling ok, so I did some of each weight.

Accessory – 3 sets

  • 20 Shoulder IYT (purple CS bands)
  • 40s Bird Dog Hold
  • 40s Bird Dog Hold

Conditioning

Laced up my new pair of Reebok Runners and went for an easy 1.92 mile run that took about 19:28. Had to stop at a light and forgot to pause my watch. The shoes have memory foam for the insoles, which felt a little weird as I took off, but as I settled in I didn’t even notice I was wearing a new pair of shoes, so I guess that’s a good sign.

Too Cray-Cray For Me

Didn’t go to the gym again because there was some cray-cray 2nd metcon with 108 thrusters at 3 different weights and no other movements. After a metcon with HSPU and pistols? Hell to the no! Worked out in the garage and did the extra credit cardio work instead.

Warm-up: 10:00 AMRAP (easy pace)

  • 100 Jump Rope
  • 20 Single Arm OH Walking Lunge (35# DB)
  • 10 Push-ups

I used an old school jump rope today, which provided some weight. Only miss was at 62 in the 4th round. I did exactly 4 rounds.

old-school-jump-rope.jpg

Conditioning

12:00 AMRAP

  • 10 HSPU
  • 10 Pistols (alt)

My left quad has had that weird feeling off and on randomly, so I wasn’t sure what to expect out of pistols today. I haven’t done any lately. They felt really good doing the foot hold method. Never missed or had a pre-mature foot touch on any reps. Did the handstand push-ups in all sets of 5 with a walk across garage and back as rest before each sub set. I finished 6+14.

I might try to get a piece of plexiglass or something cheap for the wall where I do HSPU. The screws are right in the spot where my feet slide on the wall.

Ski Erg

3 Rounds

  • 1,000m (@ 5k pace)
  • 500m (recovery)

Decided to shoot for 1s/500m faster than the last time and also do the recovery pieces on the ski erg instead of 2:00 on the Airdyne. My 1k times were 3:58, 3:57.8, and 3:57.7; I was right on pace. My recoveries were 2:43.6, 2:44, and 2:41.7.

Overhead Dumbbell

Walked 18 yesterday. My shoulders started getting tight later in the day. This right shoulder impingement is getting annoying. It’s another day heavy on the barbell at the gym, so I did yesterday’s workout in the garage.

Warm-up – 3 Rounds

  • 10 Goblet Squats (53#)
  • 10/10 Bottoms Up KB Press (25#)
  • 30s Hollow Hold

Conditioning

  • 100 Banded March (100# sandbag, green + red bands)
  • 50 Sit-ups
  • 50 DB Snatch (50#)
  • 50 DB OHS (50#)
  • 50 T2B
  • 100 Banded March (100# sandbag, green + red bands)

** Switch arms every 5 reps for both movements

I did the first 100 banded marches and 50 sit-ups unbroken. The snatches had to be in 5s, so I set the dumbbell down each time and took a couple of breaths between some of the sets. For the OHS, I switched arms overhead and only set it down after 30 reps, then did the last 20. I did toes to bars in sets of 4 and was going to finish 3-3, but I failed the very last rep, so it ended up being 11×4, 3, 2, 1. After I strapped in and picked up the sandbag I could not hold it up high on my chest! Arms and core were shot. It was a fight to be able to do 2 sets of 50. Finished at 18:47.

Gymnastics Strength – 3 Sets

  • MAX Strict Ring Dips
  • 2:00 Rest

First set wasn’t feeling great on the shoulder. I think my hanging hooks are spaced out more than I space out the rings on a rig too. I did 10-14-13.

Sweat Monster

Yesterday I woke up sore from a combination of Sunday’s workout and a bunch of yard work. My forearms and grip were especially sore from pulling grass clumps out of the rocks where they were growing. I walked 18 holes of golf and it was horrible hot and exhausting with the eclipse. The sun and heat really got to me. I had a nice headache all night and had a miserable night of sleep.

Little more sore today in different places, especially my lats from the 70 pull-ups. The gym had a bunch of heavy lifts today, so I did a version of Monday’s workout in my garage.

Warm-up – 3 Rounds

  • 200m Ski Erg
  • 5/5 Single Leg Glute Bridges
    15 Russian KBS (53#)

Conditioning

10-20-30-40

  • Thruster (45#)
  • Burpee

The gym did it with wall balls, but I don’t have a height of 10’ in my garage, so I substituted the thrusters. It was a grinder workout. I did the thrusters in 10, 20, 17-13, and 15-15-10. Finished in 13:43 in a puddle of sweat.

I’d been really dragging ass all day, but felt ok during the workout. Decided that was enough for the day and skipped out on the accessory work.

High Reps

My back still isn’t normal yet. Hit the gym at noon with the gang. Warmed up with some shoulder stretching and bottom squat hold. Would get loose in the first few minutes of the EMOM.

Volume Work

20:00 EMOM (alt)

  • 15 MB Cleans (14#)
  • 20 Push-ups

I planned to use the 20# and had it out, but switched just before we started. Figured I’d play it safe and not blow out my back. It was a good call because my legs were burning during the last 5 reps of each set in about the 6th round. It also allowed me to focus more on good positioning and keeping my head up. I did 4×5 on every round of push-ups and was starting to really slow down in the last few rounds.

Conditioning

20-30-20

  • Pull-ups
  • Step-up (24″)

Wore my grips and set a goal to do all of the pull-ups in sets of 10. Success! After each set I dropped, turned around, took a few steps across the gym, turned back around, walked back and did the next set. Wanted to do box jumps, but again, step-ups were much better for my back, especially after 150 medicine ball cleans. Finished in 6:40.

Midline

4 Rounds (Tabata)

  • 20s Bird Dog Hold
  • 10s Rest
  • 20s Hollow Hold
  • 20s Bird Dog Hold (opposite arm and leg)
  • 10s Rest
  • 20s Leg Lifts
  • 10s Rest

Sand Hugger

Rode 18 today on the golf course. Couldn’t have asked for a better day and I even played well. Out in the garage around 6.

Bench Press

  • 10×45#
  • 10×95
  • 4×135
  • 4×165
  • 4×195
  • 4×215
  • 6x4x235

Week 2 of the No B.S. program. Added 10# over the base weight.

Banded March

  • 2:00
  • Rest 4:00
  • 2:00

Finally able to pick up the new 100# sandbag, so I bear hugged it. Used the green and red bands again.

Accessory

  • 3×20 Shoulder IYT (CS purple)

All of the Ski Erging

There was a bunch of heavy barbell work at the gym today, so I did Wednesday’s workout in the garage.

Warm-up

12:00 EMOM (alt)

  • 8/8 Single Arm Strict Press (25#)
  • 15 strokes on Ski Erg
  • 30s Dead Hang

The 15 strokes was essentially 100 meters.

Gymnastics Strength

15:00 EMOM

  • 3 Strict C2B Pull-ups

All quick singles. Could have done 4 or 5.

Conditioning

20:00 AMRAP

  • 10/10 Single Arm DB Push Press (40#)
  • 500m Ski Erg

My original thought was to average 2:00/500m, but that quickly changed to being under 2:02. I got through 7 rounds plus the 20 push presses. That was a lot of time on the Ski Erg. I wore my gloves because the handles wear on the crease of my hand if I use the machine a lot.

It was a lovely 84° in the garage again. I had a nice puddle of sweat under the erg.
