One Lunge at a Time

Last night I could feel my triceps getting sore. My back is a lot less tight this morning and my chest is definitely sore from the increased ROM with those dumbbell bench presses. Went to open gym at 10am.

Conditioning

400m Walking Lunge

Went over to the track at the school across the street. Today I alternated between 20 step-through lunges and 20 bringing my feet together for a slight pause. It really helped me focus on something and keep up a solid overall pace. I finished in 10:39, which is a huge PR by 1:16!

I wanted to give my back more time to recover from 20.2 so I delayed rowing intervals a couple more days. Plus it was great weather for a run around 4pm. I had a little goal of 4.5 miles and ended up going 4.57.

Cool that I’m never going over a 10:00/mile pace now, even as the runs are getting longer.

The two week break from the program wasn’t ideal, but going from one cycle of the program to the next probably wasn’t either, so I was hoping today would be a good day under the bar. My all-time PR for a triple is 255, though I have done 275 for a double. The second set with 245 felt better, so I went for the 250 on the third set, which was sketchy. Working sets were supposed to be at 245-250, so it was a success.

Gymnastics

After doing 3×10 bar muscle-ups a few weeks ago I was curious how many I could do.

It’s funny how when you set a number in your head, often you end up right on that number. My hips weren’t giving out, but my hands were starting to slide around too much for my comfort and instead of risking a fall on my head I jumped off with 15.

Weightlifting / Conditioning

Started with 95# and added 20# every round, so my loading was 95-115-135-155-175-195-215#. We did something like this 2-3 years ago, but I haven’t been able to find it in my logs. I decided to drop every rep and try to pick it up quickly with the light bars. Got 14-12-10-9-7-5-3, wearing my belt the entire time.

The Garmin watch was reading my heart rate in zones 4-5 the entire run, which I knew wasn’t correct. My WHOOP measured it where I normally am for a run like this. Got rained on for a few minutes, which felt good. Went 3.8 miles, so I’ve kind of found a sweet spot at that 10:00/mile pace.

Check out that humidity! My heart rate was 10-15% higher than an almost identical paced run I did at home last week, so I’m guessing it was due to the humid weather here. I went 3.63 miles. About halfway through the run I could feel a blister forming on the bottom of big toe, in the crease, which seems like a weird spot to get one. I was wearing my Reebok CrossFit Speed TRs, which probably aren’t the best for running any real distance.

After lunch I did the back stability stuff back in my room.

Hilton Bike

Something occurred to me last night after seeing someone’s results for a rowing workout. So I went and looked at my stroke rate for my 5k PR and the average was 22. Compare that to my 30 from yesterday. Are my legs that much weaker since I can’t squat or deadlift heavy like I used to? Maybe I need to try a different drag factor on my rower. I was using 133 during a rowing program in 2015 and I want to say I’ve been around 125 lately. Or has my technique gone to shit? Definitely something to investigate when I get home next week.

Got up early and jumped on a bike in the hotel fitness center. No idea what kind of pace to go on the machine, so this week could be kind of a shit show. I’ll make due with what is available though. Eventually settled on a resistance of 19 and went a total of 4.02 miles. Good quad 🔥.

Still on the low end of the recommended 240-245 for the working sets. Not sure I could have added the extra five pounds to either of the last two sets even. I have to remind myself 245 is my all-time 5RM (which I matched back in May) and I did 16 reps with 240 in this workout. Things are moving in the right direction.

My original version of this was using 95 and 115, but I switched to 75 and 95 yesterday. I did the first 4 sets of muscle-ups unbroken with a near failure on the last rep of those. Then I finished with 3-1-1. After struggling towards the end of the first couplet, I decided to stay at 75 for the clean and jerks. I also added an extra two minutes of rest because I was not recovering fast enough. As soon as I went for my first strict HSPU I knew it was going to have to change. I did 3-2 and 5×1 strict before switching to unbroken sets of 5 kipping for the other 3 rounds. I probably could have continued with 5×1 strict, but I wanted some rest time!

Damn, that light barbell can really give you a great workout. Too many people think you need to go heavy all the time and keep adding more weight.

The percentages were set at 50, 60, 65, 70, and 75. These numbers I picked would be pretty spot on based off of all-time max, so it felt good to hit them in this. I did all singles and wore my belt for the last 3 sets. Each round took 10-15 seconds longer than the previous one, which I thought was pretty good. I think my first round was around 2:10 and the last one was around 2:50.

It was programmed with Americans, but I did Russian swings and was able to go unbroken on all of them. I’ve done over 350 swings in the last 3 days! I did 10 unbroken push-ups to start and then all sets of 5 through 15 (maybe) of the 50 when I started doing mostly triples. Finished in 9:36.

Run. Starting at 1:00 and every minute on the minute do 8 air squats and 5 hand release push-ups.

I was right around a 1:48/500m average for the first round, was done with the sit-ups at 5:00, and finished the round in 7:04. Couldn’t keep up the pace on the rower after that, with just over a 1:50 average I think. Did that round in 7:08. In the third round I asked Brandi to adjust the seat on the bike for me so I didn’t have to waste time messing with it. That made up some time because my row was shot with an average over 1:53 and I manage to put it on the bike to finish in 7:09. Talk about a leg pump. Nothing else can do to your legs what that Assault Bike can. Nasty! My total working time was 21:21.

My times were 1:37, 1:39, 1:38, 1:35, and 1:36. For the first three rounds I was trying to keep a 1:35-1:40 pace on the rower and then I pushed it, trying to hold 1:35 or better for the final two. Had to gut out the second half of each run.

I was using a higher bar for my first try on those T2B and it was rough going. I switched to my normal bar for the 2nd and 3rd round, which allows me to hit the ground with my toes more so I can set my shoulders and stop from swinging on the descent. I was able to do them in 5-3-2 for those 2 rounds.

Keep Planking

On Sunday night I played pickleball for about 2 hours. It was a lot of fun! Walked 18 holes yesterday. Out in the garage in the afternoon today.
