More Grace

Still unbelievably sore from Monday’s WOD, but I don’t think I’m anymore sore than yesterday. Went in for the 5:30pm and did an alternate WOD since the people who didn’t make it Monday were doing 30 reps of the Bear Complex.

Since I know I’ll be working on the clean and jerks tomorrow in OLY class I went a little easy on myself with 115#. Had also just done “Grace” with 125# on Saturday, so this seemed like an odd choice to put in the WOD. I probably should have went Rx with 45# DBs for the floor presses because I flew through them with the 40s. Finished everything in 9:42.

100 Quarter Get-ups (40# KB)

Most of the challenge for me with quarter get-ups is in keeping a stable shoulder as I get up to 10 in a row with one arm. Towards the end of the 100 it did get tougher to actually get up off the ground though.

After class I jumped on the rings and did a kipping muscle-up for the first time since my very first one back in July. This one was actually pretty fluid and I didn’t have to reposition my wrists and arms.

I finished “Grace” in 4:16, which is a 54 second PR since doing it in July. Even with the much faster time it felt much easier. I did the first 7 reps unbroken then did one rep at a time dropping the bar after each rep. Didn’t take any rest time other than setting up for the next rep. With the remaining time I did 9 full rounds of “Cindy” plus 2 more pull-ups. Good workout!

I did the swings unbroken, which isn’t that tough for Russian KBS. My arms wanted to fall off and my grip was really failing in the farmer’s carry, but I held on to those DBs the entire time. Distance was probably 50m more actually because I had to carry them outside and then back in.

Battle of the Boxes

Went down to Sterling Height for the Battle of the Boxes, put on by CrossFit Transformation. There were 32 teams and I haven’t seen the official results yet, but I heard we took 18th place. We were 25th going into the last event, which we rocked!

All 4 athletes will cycle thru this AMRAP for 20 minutes. 3 athletes max will be working at a time, with the 4th resting/waiting to start their next round. Team members cannot move to the next station until the team member in front of them has left that station.
Each team will be given a female bar loaded to 65# and mens bar loaded to 95#, a 53# KB and a 35# KB. BRING YOUR OWN ROPE!!

*Dropping the KB constitutes a 10 burpee penalty to be done immediately before continuing KB swings.

*The 2 athletes that do not compete in this WOD, must compete in WOD 4.

WOD 2

Tug-o-War

# of Athletes – 6 (3 men / 3 women)

This WOD will be scored bracket style, like playoffs or March Madness. It will start with all teams and it will be one game knock out until we crown a champion. Cleats nor gloves are allowed.

The teams that get knocked out round one, will then enter a ball toss event. Each athlete will get 3 attempts to throw as far as possible and the team score will be measured by total distance of each of the athletes furthest throw.

WOD 3

OLY Event

# of Athletes – 6 (3 men / 3 women)

The women will start this event off. They will have 8 minutes to do the following:
Find a 1RM Snatch. *The load on the bar can not decrease.
Find a 1RM Clean & Jerk. *The load on the bar can not decrease.
*The only time the load can decrease is when all athletes complete the snatch and show they are moving to clean & jerk.

Once the girls 8 minutes are up, the guys 8 minutes begin. They will perform the same WOD.

*You don’t have to spend 4 minutes on each, you can spend 7 on one movement and 1 on the other. It’s up to you.

*Highest successful lift from each athlete for each lift will be added together for scoring. It will be scored in 3 ways. Team with the highest snatch, highest clean & jerk, and highest total.

WOD 4

For time and reps:
1) Sand Bag Shuttle Relay (75#, 50#, 25#), MR Front Squats (135/95#), MR Deadlifts (185/115#)

*The 2 athletes that did not compete in WOD 1, must compete in this event.

The 2 women will start this event off.

Athlete 1 must shuttle sprint each sand bag one length of the field and place the sandbag down. Athletes must show control when putting the sandbag down. No body slamming or throwing it past the line. If your judge feels you weren’t in control, you will perform 10 burpees before you sprint back to start line empty-handed. While Athlete 1 is doing the sandbag shuttle, Athlete 2 is performing max rep front squats (95#). Once Athlete 1 completes the 3 sandbag shuttles they will then start their max rep front squats while Athlete 2 sprints down the field to retrieve all the sandbags. When Athlete 2 returns from the sandbag shuttle the two girls will add 20# to the barbell (making it 115#) and Athlete 2 will then begin max reps deadlifts while Athlete 1 completes the sandbag shuttle for a second time. When Athlete 1 returns she will complete max reps deadlifts while Athlete 2 completes the shuttle run. When Athlete 2 returns from the shuttle run the women are done and then men jump in strip the bar and load it up to 135# then complete the same WOD as the women. Men will increase the bar as a team to 185# to complete the deadlift portion.

WOD will be scored in 3 ways. Shuttle sprint total time, MR deadlifts, and MR front squats.

How did we do?

Event 1 was tough for us because we got caught up on the DUs. I felt good during this WOD and did American KBS with the more of a straight up and down swing for the first time. Made things easier to knock out 20 in a row. My DUs were pretty good but I only got through 2 rounds and the thrusters in my 3rd round. I was actually surprised that we beat 5 other teams is this workout, so their DUs must have been terrible because ours were pretty bad.

The Tug-o-war was a lot of fun. We smoked our first match, but then got it handed right back to us in our second match.

The Olympic lifting event was intense! All 6 of our team members matched or hit now PRs in both the snatch and clean & jerk, which is pretty amazing for such a fast paced event.

For the snatch, I hit 135, missed 145, hit 145, and hit 155. That’s a 10 pound PR. I had every intention of doing squat snatches but when you’re ripping off reps so fast, you lose you heard. I power snatched that bitch. It was not pretty but I got it. In the clean and jerk, I hit 185# with a squat clean, then hit 205# with a power clean and kind of an ugly jerk. Made a quick attempt at 215 but didn’t give it the power I needed to. We were running low on time, so I gave the rest to Casey and he nailed 225. Best clean I’d ever done was 205, but best clean and jerk was 185, so that’s a 20# PR for the combination that is the OLY lift. I’d never attempted a jerk of more than 185, so was also a 20# PR on a jerk. It’s hard to explain how intense this WOD was because you had to make quick lifts and when you weren’t lifting you had to be ready to increase the weights on the bar or jump in for your next rep.

We did really well in the sandbag sprint and think we finished 2nd or 3rd. Should have done pretty well in the max reps lifts for that even too due to our women. I can’t wait to see the results for this event because we jumped up a lot from it.

It was a long day, but a lot of fun. I did mess up my back again, so not too happy about that.

Match PR Snatch

Olympic lifting class at 6pm and then regular at 7pm. We worked up to heavy snatches and I got up to 145#, matching the PR I set on Sunday. Nailed it on the first try though, compared to 4 attempts, just 2 days ago. Went for 155# but didn’t have the confidence in it and bailed on the pull. Did some clean and jerk work as well and stopped at 185#, doing a few singles there. I’m really enjoying the drilling and can feel a difference already in my technique.

5×5 Weighted Pull-ups

Today was the best I’ve ever done at these. Maybe because it’s been a few weeks and my pull-ups have felt really good lately. I used a 8# DB, 10# DB, 12# DB, 15# DB, and 20# KB without missing any reps. I don’t think I’ve gotten through all 5 reps on the last set using a 15# DB for the last two sets before, so getting all 5 at 20# was a big improvement.

I finished the first part at 4:20, pretty much going unbroken except for some transition breaks as I adjusted my stance. The ring rows killed me as usual. I suck at them and resorted to pretty shitty technique to get them done. My total time including the rest period was 10:24, but I was 2# above Rx since all of the 53# KBs were in use.

Every Second Counts

Today was the Every Second Counts competition down at Oakland County CrossFit. We had 9 people compete and 6 of us were in the men’s beginner division, which turned out to be one hell of a battle.

WOD #

800m Run with a 25# Bumper Plate

Going in, I thought this would be my best event. Times were lower than I thought they would be, which scared me a little going in to my heat. I ended up winning the workout with a time of 3:07.

WOD #2

Originally it was supposed to be Jumping C2B Pull-ups in the beginners division but they ended up changing it. No idea why, but in the end it really ended up screwing me. This was my worst event and I took 7th out of the 10 guys with a time of 4:21. I got 3 or 4 no-reps on my thrusters and had no idea why until after the WOD was over when I asked. I guess I wasn’t getting my head through the window at the top of the movement. Shit! Two pushing movements really fried out arms and shoulders here.

  • 5 Deadlifts (185#)
  • 10 HR Plate Jump Burpees

This was the other workout I felt really confident going in. 185# isn’t heavy for deadlifts and I can knock out burpees pretty fast when the rep count is low like 10s. Originally this was supposed to be HR burpees, but at the competition they switched it up to where instead of jumping up and clapping overhead, we had to jump up on to a 15# bumper plate and stand up straight to extend our hips. I think this actually worked to my advantage because the repeated jumping is no big deal for me.

I got into a nice rhythm on the burpees and my deadlifts actually got faster as the rounds went on. I crushed it, winning the WOD with a time of 4:08. This put me back into 1st place overall with a 12 second lead on Casey A. from our gym. I knew I needed a lead on him going into the last WOD to have any shot at winning. I tested this WOD out 2 weeks ago in my garage and did 4:28 without having to do the plate jumps, so today was a sweet improvement over that.

“Grace”

  • 30 Clean and Jerks (95#)

I tested this 2 months ago and got a time of 2:42. Casey A. turned in a monster time of 1:16 before my heat was up, so I knew exactly what I had to do. I had to get 1:27 to win. It was going to take an out of this world performance. My first 20 reps went well and there was a chance, but then I did 21 and 22 and those last 10 reps were brutal. I finished in 1:46, putting me 18 seconds behind the 1st place. I improved by nearly a minute in 2 months though, which is pretty incredible.

I took 2nd place and couldn’t be happier. I gave it everything I had in all of the WODs. Our Survival Fitness crew ended up sweeping the podium and took 4th place as well. It was so much fun battling it out with friends, especially when we were separated by seconds all day long.

The “trophy” they gave out was a custom lacrosse ball with the logo of the competition and your place, as pictured above. Pretty cool. I also got a roll of tape and a speed rope.

Testing My Back

I’m feeling good after the rest day yesterday. Matt is out-of-town for the weekend so I offered to help out with the weekend classes. Today was sort of on open gym and I was looking forward to testing out my back as well as trying a few things that are part of a competition I’m doing in October.

This one comes straight out of the competition. I’ve been staying away from cleans for the last couple of weeks because of my low back. It felt pretty good doing this today. I finished in 2:42 without too much of a push since I was doing it by myself. A month or so ago I used 125# and did it in 5:10-ish, so I’m confident I can get down around the 2 minute mark.

I’ve also been staying away from deadlifts because of my low back. These felt really good and easy. All of the HSPUs were strict and unbroken.

The competition has “Fran” but the beginner division, which I’m competing in, only uses 65# and does jumping chest-to-bar pull-ups. I figured this was a good way to build up for it. I should have gone heavier with the thrusters and maybe did fewer reps there. Everything here was unbroken as well. I’ve never been able to do that many rounds of pull-ups unbroken like that.

This a great one for conditioning. Go all-out for those 30s and then catch your breath for the next 30s.

I’m really happy with how my back handled the workload today. I wouldn’t have been able to do this 2 weeks ago. I’m in charge of making up the WOD for tomorrow’s classes, so that should be fun. It’s going to be some kind of partner WOD.

First Grace

Saturday night we had a great time at the 2nd annual Survival Fitness Picnic. I didn’t get home until 2am and slept in until 9:30. I spent the entire day watching the finals of the CrossFit Games. Amazing and inspiring! One of my favorite parts is seeing elite athletes cheer each other on, which never happens in any other sport.

After the Games ended, I decided to take a shot at rigging up my gymnastic rings in the garage. I made a quick trip to Home Depot for supplies and started working around 8pm. I quickly found out that both of the batteries for my drill were dead, which made things a lot harder because I had to keep switching batteries on the charger. I also had to make a run to buy some nutdriver attachments for the drill. A little before midnight, I finally had everything up. The project turned out to be much tougher than I expected, especially for one set of hands. I wish I had a taller ceiling in the garage, but these will be just fine for the limited use I’ll give them.

Yesterday was my second rest day in a row and a much-needed one. I did get an hour-long deep tissue massage, which really helped loosen up my back. I’m going to have to get massages more often. It’s supposed to hit 100 degrees today so I went in to the 9am class, which was already in the mid 80s. I was the only guy in a class of 9, which was kind of odd.

I’ve done these heavier, so this wasn’t too bad. Being able to go faster does some different work.

Touchy Tailbone

Rolling out of bed was rough this morning. My lower back is very sore from one-arm snatches and deadlifts yesterday, but even worse, my tailbone feels raw from the 150 sit-ups last night. I can feel them in my abs too, but WOW it hurts to sit! Once I finally got out of bed, I knocked out 3 sets of max push-ups as I went through my morning routine. This may not have been the best idea considering I knew we were doing “Angie” today for the WOD. It’ll make me stronger I guess!

The one time I’ve done “Angie” Rx was on April 11th and looking back, we had swapped the order of sit-ups and squats. Probably didn’t matter much. My time then was 24:42, with about 12:00 to get through the pull-ups. When I did this, I was still doing “cheater” sit-ups where I only had to touch my shoes. I’m no longer doing those because they’re a joke with my long arms and flexibility. I’ve started getting all the way up so I can reach out past my feet. Originally I was planning to blow that time out of the water, even with harder sit-ups, but the tailbone issue made it rough.

I was feeling pretty good through the pull-ups and completed them in about 8:30, a lot faster than last time. I wore home-made tape grips on both hands which really helped saved my hands since they are in rough shape from the last week. I felt ok on push-ups considering I had already done 100 of them when I woke up. Started with a set of 15, then did 3 or 4 sets of 10. That’s when things started to slow down and sets kept getting smaller and smaller. Sets were all 5 or more though, which is a huge improvement from last time when I was only getting 2-4 at the end.

At this point it was neck and neck between a few of us. Sit-ups absolutely killed me though. They took me forever even with two mats under my ass for padding. Each sit-up hurt like a bitch so I tried as much as possible to come up on the sides of my ass instead of straight up. I powered through and moved on to the squats. Not my best effort in the squats, but I finished in 23:41, which is a PR by 61 seconds. I’m confident I can get sub-20 next time.

Death by Clean & Jerks

Brent and Ron had already used up all of the 10# bumpers, so I didn’t have much choice but to load up with a couple of 45s and do 135#. I got up through the set of 4 and had to start the set of 5 with no rest. I nearly made it in the minute, but locked out the jerk 1 or 2 seconds after the minute ran out. I took a couple of minutes off and then jumped over to the 115# bar Brent was using and did a minute with 6 reps and a minute with 7 reps to get in some more work.

At some point tonight I’ll do day 4 of the Armstrong Pull-up Program.

Weak with Heavy Overheads

Yesterday I was going to give an update on the Paleo Challenge, but forgot. The challenge officially started last Wednesday, but I started on Monday. After one week I lost 5 pounds and dropped 1% off my body fat. I posted A Week of Strict Paleo on my main blog that outlines what I ate and gives a bit more info if you are interested.

Today is the sorest I’ve been full-body-wise in a long time. Those prowler sprints from yesterday and the back squats on Sunday did a number on my body.

Warm-up

Pretty easy warm-up. I used a 20# MB and finished in 8:55.

WOD

First, I’ll explain how this works. The number of Clean & Presses increases each time around, but there is only 1 round of “Cindy” to do each round. Make sense? Good. What’s a round of “Cindy” you ask? It comes from the benchmark girl WOD of the same name and is:

  • 5 Pull-ups
  • 10 Push-ups
  • 15 Air Squats

I’m not sure what it is, but when there is heavy overhead work with a lot of reps I really struggle. Look back to the WOD that had fifteen 95# thrusters in each of 5 rounds as an example. Today had a similar outcome. Maybe it has something to do with my height and long arms. Or maybe I’m just a weak-ass pussy!

I used 135# for the clean and press and snuck under the 33 minute time limit, with 2 seconds to spare, for a time of 32:58. The rounds of “Cindy” were actually pretty easy. I did all of the pull-ups and push-ups unbroken each round. I usually split up the air squats to 10-5, but should have pushed myself more there because my endurance fades fast with air squats.

I was going along and for some stupid fucking reason decided to figure out how many reps were left. In total you have 55 clean and press to do, half of those (27) are in the last 3 rounds! I tried to keep pushing as much as I could, but I was gassed. It was a great workout though and I’ve been wanting to get in some moderately heavy clean work, so that was great. The “Cindy” rounds were a good primer for Monday’s Memorial Day Murph.

Since it took me so long to do the WOD I didn’t get to do the Finisher, which was ten 40-yard sprints with a walk back as the rest.

Sweat Me a River

The humidity is picking up and so is the temperature. Just over 80 degrees tonight during class. I need to make the switch to mornings, but there are some good athletes that go to the 4:15pm or 5:30pm classes, which makes you push harder.

Yes, that’s a run to start and end each round, so you end up running a couple of 400s unless you take a break between rounds. I used a 55# KB for the swings (American) and a 71# KB for the SDLHPs. Doing that many ring rows was the biggest trouble for me. I had to split them up into sets of 5 for the most part and even some smaller sets. My hands are hurting from earlier in the week and I still have a good blister from the 350 Russian KBS the other day. I finished in 29:37.

Strength

Work up to a 1RM Clean and Jerk, doing 1 rep each minute. My sets were 135#, 155# 165#, 175#, 180#, and 185#. I did a full clean on the last two reps and on my last jerk my split was so small I’m not even sure you could call it a split. I had to muscle it up because I didn’t get under the bar. That’s a 5# PR on the clean, 15# PR on the jerk, and 20# PR on the combination. Not a bad day at the gym!
