Sweat & Steel 2013

Went down to CrossFit Deviate in Rochester for a 6 person team competition with Casey, Kevin, Michelle, Breanne, and Katy.

Event 1

Follow the leader style:

  • 25 Burpee Pull-Ups (8’/7′)
  • 500 Meter Row
  • 25 Wall Balls (30#/20#) ball must hit the black line (10′)

Not too bad for us guys since we could all jump most of the way up on the pull-up. The gals really struggled with the wall balls. I did mine in 10-10-5 because I had plenty of time. We finished at exactly 18:00 (the time cap) and were 7th out of 16 teams in the open division.

Event 2

3×3 Min AMRAP

  • 3:00 AMRAP Shoulder-to-Overhead (135#/95#)
  • 1:00 rest to change plates
  • 3:00 AMRAP Clean (185#/115#)
  • 1:00 rest to change plates
  • 3:00 AMRAP Deadlift (275#/185#)

You paired up a guy and a girl for each movement. Kevin and Michelle did out SH to OH, Casey and Breanne on the cleans, and Katy and I on deadlifts. We crushed this one finishing 5th. I did all of my deadlifts in sets of 5s until the end where I did a set of 9. I completed something like 45 reps in the 3 minutes!

Event 3 & 4

Completed as one 16 Min event, but scored independently.

4:00 AMRAP

  • 6 Muscle-Ups (3 each) One male and one female

I did the 3 MU and them Michelle attempted for the next 3 minutes to get her first one. Hurt us not having a girl who could do any. Tied for last with 3 other teams that also didn’t have a female with MU.

12:00 to find Max Weight Front Squat (remaining 4 members)

Everyone set or tied a PR but we finished down in the pack on this one as well in 10th or 11th I think. Somehow despite these two workouts we managed to stay in 9th place and get into event 5 for the top 10 teams.

Event 5

For Time – 12:00 Time cap

  • 90 C2B Pull-ups

  • 90 T2B

Teams were divided into 3 men and 3 women, with the men completing 2 of the movements and the women completing the other 2. Our guys did HSPU and pistols, which was different from most teams, but we had to because our girls would have died on HSPU and their pistols would have been way too slow. This hurt us because even though they got through the C2B, they were slow. We were the first team in our heat off of the wall by quite a bit, but quickly fell behind in the C2B. Our ladies got done withe 37 of the T2B before time ran out. We held on to 9th place, even moving up a bit in the points.

It was a really fun team event and I couldn’t believe we were in 6th place after the first two events against some top-level teams. I knew of at least 3 teams that went to Regionals and several other competitors went as individuals.

Epic Session

My hamstrings are pretty sore from doing the RDLs yesterday. Need to do those more often and pay more attention to the hamstrings. Went it an 10:30 this morning and we had a big group. Best session we’ve ever had.

Still fighting that right arm flaring out, but when I keep it in, it’s money. Matches my 3RM for regular grip bench press, so maybe I’m back on the upward swing.

WOD

Wanted to try the 100s workout from Regionals, but not quite for that long, so we dropped the reps to 50s. Still brutal.

  • 50 Alternating One-Arm DB Snatches (60# DB)

Did the wall balls as 25-25 without a problem and then did 5 C2B at a time through 20, with one 4 and the rest 3s. Tried to get 6-10 pistols at a time and started doing the foot hold to keep myself from tapping the foot on the ground. Worked well for the first time trying that. Then survived through the snatches. They used 70# at Regionals. My time was 16:28 and I feel pretty good about it, but Froning did 100 reps of each with a heavier dumbbell in just over 19 minutes. Think about how sick that it!

Went in at 10:30 to do some Olympic lifting work.

OLY

Kevin had some of his jerk blocks in, so I used them to do hang snatches and cleans. It was great work and made some progress in reaching extension, especially in the snatch.

Snatch

I did a double at 95#, 2 singles at 95#, 2 singles at 105#, 6 singles at 115#, and 3 singles at 125#. Triple extension was feeling the best it ever has. Here’s a video of one of the 125# lifts. I get too high off the ground, but everything else is a big improvement.

Clean

I did 2 doubles at 135#, 3 doubles at 155#, and then 6 singles at 175#. Didn’t feel as good as the snatches, that’s for sure. I have a bigger tendency to cave my knees in on the clean and wasn’t getting the greatest hip extension. Here’s a lift at 175#.

Really took my time on the lifts and probably spent more than an hour working them. Need to do this more often.

Headed back around 6:30pm to open gym for some extra work.

Quick little metcon to throw in a few things we haven’t worked in over a week. The pistols were brutal, especially without wearing my OLY shoes. My quads were on fire after round 1. I finished 5 complete rounds and then got 6 push-ups.

Gymnasty Friday

Feeling pretty good today after a tough WOD and some good strength work last night. Trained at 10:30am with Matt, Cora, Kevin, and Steve. Kevin came up with the programming for the day and Matt ended up using it for the Survival Fitness classes too. Was a good one!

Warm-up

Did a 500m row, 3/3 Turkish Get-ups with a 35# KB, some PVC pass-thrus, and then worked up to heavy push presses.

Strength

I was planning on trying 185#, but it was really heavy warming up, so I dropped down to 175# and used it for the first four rounds and then bumped to 185# for the last round. Programming called for only 6 pistols, so I was going to try wearing my 20# vest but it was pretty awkward so I did 10 each round instead. I can fly through them pretty fast now and don’t run into many problems.

WOD

12:00 AMRAP with 1 Deadlift EMOM (285#)

  • 5 HSPU
  • 7 Pull-ups
  • 9 Air Squats

The deadlift kind of served like a forced break in this. My first round was a little fast, but then I kept the same pace until the last 2 or 3 rounds when my HSPU got a little slower. I came up 2 squats shy of 12 full rounds for a score of 11+19. All of my HSPU were unbroken which was nice. Pull-ups and squats were only broken up due to coming on a minute and having to do the deadlift.

Finisher

This felt easier than when we did it last Saturday. Didn’t have that sick feeling throughout, but it did hit us all about 5 minutes after. Kevin and I got 287 calories on our AD, which was up from 269.

2013 CrossFit Games Open Workout 13.5

Yesterday my body was absolutely wrecked after training for a total of about 6 hours Sunday, Monday, and Tuesday. I took the day off and even took an hour nap around 4pm. After 13.5 was announced last night I figured I’d give it a go today as long as I didn’t feel like shit. At 4 minutes, how bad can it be? So I went in around 4:30 to warm-up and hit it at 5pm.

Open Workout 13.5

4:00 AMRAP

  • 15 Thrusters (100#)
  • 15 C2B Pull-ups

* If 90 reps (3 rounds) are completed in under 4 minutes, time extends to 8 minutes.
* If 180 reps (6 rounds) are completed in under 8 minutes, time extends to 12 minutes.
* If 270 reps (9 rounds) are completed in under 12 minutes, time extends to 16 minutes.
* Etc.

After getting 82 reps Monday on the 12.5 Fran ladder with 95#, I figured 60 was a realistic number to shoot for in this 4 minute WOD. With all sets being 15 reps there is a lot less transition time so pacing should overall be faster.

I planned to do 8-7 or 9-6 on the first 15 thrusters but felt good, so went unbroken. I stuck with my plan to go 5-5-5 on the first round of C2B and it worked well, keeping me away from the point of failure. I think my first round was done in around 1:20. In round number 2 I planned to go 5-5-5 on the thrusters, but again felt good so went 9-6. I didn’t have a plan for the C2B because I knew I’d be feeling the burn at this point. I did 5-4-3-3. I hit my goal! Then back to thrusters to go 5-6 and that last rep was a struggle. I don’t think I could have done a 7th if I had time left, so I think I attacked it pretty well. 71 reps in total, 11 more than my goal!

When I hit that point of muscle failure I’m pretty much dead from there on out, so I’m not sure trying to stretch out my sets would have helped me at all. Probably would have caused me to be hitting singles in that second round of C2B and wasting a lot of time dropping off and jumping back on the bar. I’m thinking I won’t hit this one again, but may give it a go on Sunday just for fun and try to push closer to failure to see what happens since it’s only 4 minutes.

A Fresh Look On Monday

Bill Gates

As time has gone by, I’m feeling better about my performance in 13.1. I looked back at my placing after 12.1 and 12.2, compared to 13.1. I’m ranked higher in the world and there are twice as many registrations. I’d say that’s a win. I’ll know more about exact placement and percentile Tuesday night after score validation closes.

My disappointment in not getting a score of at least 150 is nearly gone. I know there will be workouts that play more into my strengths and I can make up ground. I gave 13.1 my best shot and honestly don’t know where I could have gone any faster to pick up the 45 seconds I would have needed to get the final 8 burpees.

It’s a new week and back to training until the next workout is announced. My body feels good, just a little sore in the upper back. I went in for 9am and there sit Gayle and Adam, just having got done with Saturday’s WOD. They’re starting some 2-a-days, so I did that same workout on my own.

WOD #1

2 Rounds

  • 400m Run

  • 30 Pistols (alternating)

I finished in 17:10. HSPU were broken down into 10-5-4-3-3 and 5-5-5-4-3-3 I think. I’ve improved my strength for them so much in the last 2 months. My second round of pistols was a lot faster than my first round and felt good. Out of there in well under an hour and home to rest for later.

This wasn’t really too bad because I had quite a bit of rest during HSPU while breaking them up. Solid strength work though with cardio in the mix.

I jumped on the scale after the WOD and was 189 with shoes and clothes on. I ate really bad yesterday as my cheat day after the workout. Usually those kind of days put me up 2-3 pounds on the scale, so I’d say I hit my first goal of leaning out and getting down to around 185 for the Open.

WOD #2

Instead of only doing straight up ring dips, I put the rings up at about eye level, got down with my legs bent under me and on my toes, looking up at the rings. Took a false grip and worked on the MU transition by doing a jumping/strict MU type move from there. Once I got up above the rings I did my 3 dips each time. Now that I’m thinking about it I should have put the rings higher and just done jumping MU or even tried doing a kipping MU each time.

This was a solid WOD and those KBS really started to hurt in the last two 3 minute rounds. I finished with a score of 18+3. To make this a little better, I think I would swap the rep counts for the lunges and the KBS.

Those were two solid WODs today, but not the kind that knock you out for 2 days.

Unbroken or Else

I was feeling ok after the Open WOD today and saw that tomorrow’s WOD doesn’t have strength work, so I figured I could get in a quick home WOD. I’m trying to work my push-up endurance and squats (strength and speed) always need work, so I came up with the following.

What’s the time domain you ask? Keep going until you have to break the 10 or 6, moving from one movement right to the other.

I finished 8 rounds and 7 more push-ups, all barefoot. Some of the pistols were pretty ugly and I fell back while standing up a few times, but I’m counting them without having any shoes on. When I failed the push-up, time was 6:12 for 87 push-ups and 64 pistols. My best time for 100 hand release push-ups is 5:42, so I’ve either improved a ton since January or found a new strategy for doing high-rep push-ups.

Working on Muscle-Ups

Feeling good today. Pecs are still sore from the competition. Was up early so headed in to work on muscle-ups before the 9am class.

I started out with rings hanging low from a pull-up bar so I could get in some reps working the transition with my feet bent under me and on my toes. Then I moved over to a set of rings I could grab on to while standing flat-footed and worked the strict transition. I kept missing because I’d let the rings get too wide and I was too slow in the turn-over. I nailed a few of them though. Just from that bit of work, my wrists started to rub raw. Need to try to do this once or twice a week.

Damn those cleans sucked ass and then the burpee box jumps at the end were pretty killer as well. Everything else was smooth sailing for the most part. I did the box jumps unbroken, the K2E in 12-10-8, push presses in sets of 5 per arm, sit-ups unbroken, and pistols with 2 short breaks mainly to get back to balanced. Really had to concentrate on the box jumps at the end. Finished in 16:36.

Didn’t sleep very well at all last night, which isn’t the greatest for going in to do a competitor’s WOD at 8am. Back is pretty sore from yesterday and my delts are still beat up from the tempo OHS.

The Rx weights for this are 190/125. Ha! It would have taken me forever to finish, so I picked 165# which would still be challenging. Having just done “DT” with 155# last week helped me pick the correct weight for this.

We staggered our starts because there are only 3 GHDs, so I actually started with the 2nd couplet, moved to the third, and finished with the first. Kind of brutal that way because as designed, your upper body gets some rest in the 2nd couplet. The WOD called for 2 rope climbs in the 3rd couplet, but I substituted so I could work on my butterfly pull-ups. They’re getting better!

I finished in 22:38. Even going up to 175# would have been a big jump for all of those overhead movements. Cleaning the bar so many times really wears you out too. Definitely taking a rest day tomorrow!

Tabata WOD

I felt like shit all day yesterday after the workout. I’m not sure what’s going on with me lately. Either my cardio is that bad that the workouts are killing me or I’m learning to push myself harder and that’s draining everything I have. Went to the 9am today.

Much harder than it looks on the board. I listed them here in the order I did the WOD. I think it was good to start with the burpees and then sit-ups because I was freshest at that point. Managed 49 over the bar burpees and 91 sit-ups. Tried to do strict pistols but just wasn’t happening, so after a couple of reps I started holding a post for balance and support. Alternated legs each round and ended up with 60 reps. I went strict for the first 4 rounds of ring dips and then used a purple band the rest of the way to get a total of 49 reps. Started with straight leg ring rows and moved my feet in as they got harder. 55 reps there for a total of 304 in all.

Finisher

  • 10 Side Bends on each side (53# KB)
  • 10 V-ups

Once again, the WOD killed me and I was ready to be sick. Went kind of slow, but managed to get 7 rounds in.
