Back on the Rig

Yep, time to properly rest this right calf. I about fell down the stairs this morning. Went to the 4pm class and we’re upstairs in the CrossFit room for the first time! They still have a lot of work to do, but almost all of the rig is up and there was flooring down.

Warm-up

  • 8×50′ Shuttle Run
  • 3 Rounds
    • 10 Jumping Jacks
    • 5 Air Squats
    • 10 PVC Passes
    • World’s Greatest Stretch
    • 10/10 Leg Swings

Accessory

5 Sets

  • 4/4 Single Arm DB Front Squats (50#)
  • 8 Glute Bridges (50# DB)

Nothing crazy for me as the class did back squats and the bridges (or hip thrusts).

Conditioning

Tabata

  • T2B
  • OH Single Arm Walking Lunge (50#)
  • Seated Shoulder Press (45#)
  • MB Cleans (20#)

I decided I’m going to scale all kinds of things for the next 1.5 weeks before I leave on a trip in order to let this leg and my back heal up. No explosive movements (jumping, driving up, etc.) with my legs and no barbell lifting. So then that really gives me almost a month before I’m back and hopefully can hit things hard again. Will give me a lot of time to focus on gymnastics movements, bodyweight stuff, and maybe the bike. The class programming was T2B, barbell lunges, push presses, and Sumo deadlift high pulls (all with 95#).

I definitely wore grips for the toes to bars. Weston and I couldn’t remember what we used to do for these, but thought it was 7-8. So of course we both went for eight out of the gate. I got six rounds unbroken, did 4-4 in round seven, and then 6×1 in the eighth. Might have been able to sustain seven unbroken the whole way. I did six lunges every round. I sat on a medicine ball for the shoulder presses, doing four rounds of ten and four rounds of eight. I bet I feel those presses tomorrow. Then I did seven every time for the medicine ball cleans.

I went back and looked at my history and the best I’d done for Tabata T2B was 57 reps a year ago with 6×8 and 4-5. That day I did 5×8 unbroken, 5-3, and then singles. So 62 today was a nice PR!

Bigger T2B Sets

I got over 9 hours of sleep last night, but not enough of the correct type due to having a few beers to end my holiday vacation.

Warm-up

  • 2:00 Row (550m)
  • 2 Rounds
    • World’s Greatest Stretch
    • 10 Air Squats
    • 10 PVC Passes

Strength

Back Squat

  • 10×45#
  • 6×115
  • 3×165
  • 2×205
  • 2×235
  • 2×255
  • 20×185

It’s going to be Super Squats Monday for the month. I have to be smart about it though. I haven’t had 255 on my back since last December, but it felt pretty good. Figured I’d start pretty conservative for the 20 reps, but even that wasn’t easy. Far cry from my best of 20×285!

Conditioning

15:00 EMOM (alt)

  • 5 Front Squats (165#, from ground)
  • 15 cal Echo Bike
  • 15 T2B

I wore a belt and grips the entire time. I went 8-7 on every round of toes to bars, which is a big win. The bike got real nasty, but I got the 15 calories one each time.

Settle In

Went to the 9am class.

Warm-up

3 Sets

  • 15 Reverse Hypers (50#)
  • 5 Scap Pull-ups

4 Rounds

  • 10 Jumping Jacks
  • World’s Greatest stretch
  • 6 Lunges
  • 6 Air Squats
  • 10 PVC Passes
  • 10 PVC Good Mornings

Strength

  • 8/8 Back Rack Reverse Lunge
  • 8/8 Single Leg KB RDL
  • 2:00 Rest

I did 45-75-95-105-115-125-135# for the lunges. On the RDLs I did one set with a 44# KB and then 6 sets with 53#.

Conditioning

10 Rounds

  • 10 Front Squats (75#)
  • 8 T2B

I went 4-4 toes to bars for nine rounds and then unbroken to finish at 10:04. Could I have gone unbroken the entire way? I doubt it. This one really hit those hip flexors!

Stayed after class for this little gem.

45:00 EMOM (alt)

  • 40s cal Echo Bike
  • 40s Cal Row
  • 30s Target Burpees

That might be the longest EMOM I’ve ever done. You kind of settle in on a pace about halfway through.

When I’m in the heart of the Sissy Test tomorrow I may wish I hadn’t done all of these burpees! Now I’m heading up north for the weekend.

Not the Chief

Yesterday was a rest day, except for shoveling the driveway twice. Way too fucking early for this much snow! My shoulders, and in general my upper body, still feel smoked. I stepped on the scale this morning for the first time in awhile and was at 202 pounds. Out in the garage during lunch.

Year of the Engine – Polarized

40:00 Airdyne
** Endurance pace with 7s sprint @ 6, 12, 18, 24, 30, 36

The last time I did one of these engine workouts was last Wednesday! Accidentally sprinted at 28:00 instead of 30, so also brought up the final one from 36 to 34. Got 1,092 calories and 23.22 km. Before this, 20.54 km is the most I’d done for 40 minutes.

Went to the gym for the 4pm class.

Warm-up

  • Bottom Squat Hold
  • Dead Hang
  • 3 Sets
    • 15 Reverse Hyper (50#)
    • Hip Stretch
  • 2:00 Row (530m)
  • 2 Rounds
    • 10 PVC Passes
    • World’s Greatest Stretch
    • 10 Air Squats
    • Front Rack Stretch

Strength

5 Sets

  • 5/5 Single Arm Front Rack KB Squat (35-44-53-53-53#)
  • 10/10 Single Leg Glute Bridges

I did these instead of tempo back squats and barbell hip thrusts. Trying not to get hurt before I head to Miami for a wedding.

Conditioning

“Hanging Chief” – 5 Cycles

  • 3:00 AMRAP
    • 3 Hang Power Cleans (135#)
    • 6 Push-ups
    • 9 Air Squats
  • 1:00 Rest

**Restart each cycle from the beginning of the AMRAP

When the gym workout said it was a climbing version of “The Chief” benchmark, I didn’t even look back to verify the movements were correct and it turns out the power cleans are supposed to be from the floor. Last time I did it, I got 5+3 or 5+2 every round. Turns out that’s a power clean from the floor though, not the hang and explains why I was so much faster today. I went out hot and was done with 2 rounds in about 45 seconds! Was worried I made a horrible mistake getting 6+9 in that first cycle. In my head I was comparing to the real version with cleans from the floor, which are slower! My pace did fall off some due to the squats and me being worried I’d crash and burn, but I was able to make a come back when I knew I could get through the last two cycles. Final scores were 6+9, 6+3, 5+14, 6, and 6+6. Total of 99 hang cleans, 189 push-ups, and 266 squats!

Ripe from the Rope

Glad I did the active recovery yesterday with more gymnastics pulling today. People are messed up from so much grippy stuff. My hamstrings are actually feeling a little sore today. Went to the 4pm class.

Warm-up

  • 2:00 Assault Bike
  • 5 Rounds
    • 3/3 Worlds Greatest Stretch
    • 7 Hand Release Push-Ups
    • 10 Air Squats

Conditioning

18:00 EMOM (alt)

  • 12 cal Assault Bike
  • 20 V-Ups
  • 2 Legless Rope Climbs (13′)

Held 75-78 RPM on the bike without any trouble. Could have reached higher with my legs on the v-ups, but didn’t stop during any set. The rope climbs weren’t programmed legless, but with only two every three minutes I went for it. After the first three rounds, the second rep started to get tough. Made it through them all.

Gymnastics

We had plenty of time left over, so I wanted to get in some pull-ups since I missed 100+ of them yesterday.

5:00 EMOM

  • 10 C2B Pull-ups

Was able to do all unbroken butterfly except two regular kipping chest-to-bars at the end of the last 2 sets. I didn’t come off the bar though. Hands were feeling pretty ripe after the rope climbs and I didn’t want to rip, so 5 sets was enough. I did wear grips for the pull-ups.

Return of the Squat

Walked 18 holes again yesterday. My inner thighs are a little sore from the sumo deadlift high pulls I guess. Went to the 4pm class.

Active Life – Bulletproof Shoulders 1

2 Sets

  • 5/5 Thoracic Rotation
  • 5 Yoga Push-up

Was supposed to be 3. Whoops.

Single Arm Shoulder Press

  • 2 Sets 6/6 x 30# DB
  • 10/10 x 40# DB
  • 10/10 x 44# KB

Maybe should have tried for the 50# DB, but class was about to start.

Warm-up

  • 1:00 Assault Bike
  • 15 Good Mornings (PVC)
  • 1:00 Assault Bike
  • 30 Air Squats
  • 1:00 Assault Bike
  • 5/5 World’s Greatest Stretch

Strength

Tempo Front Squats (5 second descent)

  • 5×45#
  • 5×95
  • 5×115
  • 5×135
  • 5×155
  • 5×165

I had always been missing squat days since the gym switched ownership. Hell of a day to get back to it after not squatting in almost a year and a half. My core and obviously my legs are not used to the loading and so much time under tension. Gotta start somewhere though.

Conditioning

3 Rounds

  • 10 Deadlifts (245#)
  • 50 Double Unders

Warmed up with 5×135, 5×185, and 5×225. I was thinking 245 when I saw this workout with the Rx being 275# and that last warm-up set reinforced my decision. Wasn’t going to push it with a golf trip this weekend. It’s been over a year now since the last big back tweak, so will keep progressing slowly. The weight felt good during the workout. I did 2×5 every round with a short drop to relieve tension and switch my grip. Missed two dubs in the first round and then got the other two unbroken. Finished in 3:28 for a nice burner.

Gymnastics

  • 3×10 Bar Taps
  • Dead Hang Stretch

Seemed to be able to get a little deeper into extension in the kip swings.

Get It Overhead!

I’m feeling pretty sore in my shoulders from the HSPU yesterday and as the day goes on my ass is feeling those plyo lunges. Went in at 3:15 for some special OLY work and then stayed for the regular class.

OLY Warm-up

  • 500m Row
  • PVC Pass-thrus
  • 2 x 10 Pause Jerks with 45# bar

Jerks

  • 5x Jerk Short Step with 95#
  • Jerk from the Back – Doubles and Triples
  • Jerk from the Front – Doubles and Singles

I started off with 95# from the back, went 115#, 155#, and 185#. This was my first time doing any jerks from the back and they felt really weird. I only did a couple of singles at 185# because I don’t feel comfortable dropping that much weight back to my back and it felt uncomfortable to begin with. I need to do these once in a while to get the feel for them.

I dropped the weight back down to 155# and switched to jerks from the rack, doing a double there. Did a double at 185# and another at 205#. Then I was going to hit 225# for a single and Gayle asked if it was going to be a PR, so figured might as well throw another 5# on to make it 230# for a PR. Hit it easily without even punching under in fully. Upped it to 245# and pushed the weight forward instead of back, so failed. Fought it a bit and it didn’t feel too good on my low back.

Took a rest, made sure to punch under it, and got it up for a 20# PR. It was a little unstable over my head, but that’s fucking heavy. Gayle said I could have gotten my front foot out further too and got under it more. Did a good job of getting my head through though.

Class Warm-up

  • 3/3 World’s Greatest Stretch
  • 10/10 Scorpions
  • 10/10 Flamingos
  • 10/10 Legs Swings (F2B, S2S)

WOD

3 Rounds

  • 600m Run
  • 25 Pull-ups

I tried to push it harder on the run today and the temperatures are rising fast here in Phoenix, so that makes the running even tougher. Did all butterfly pull-ups again, but I’m having trouble stringing together more than 7 before I lose rhythm. Finished in 12:24.

Finisher

90s-60s-30s

  • DU
  • AbMat Sit-ups

This was actually part of the class warm-up, but I was finishing up my jerk PR when class started so didn’t do it at that time. Took some rest after the WOD and then knocked it out since there was plenty of time before the next class started.

Squat Volume

My shoulders, arms, and upper back are feeling spicy today. Went in for the 9am so that I’m free to watch the live stream of Open WOD 13.1 tonight.

Warm-up

  • 4/4 World’s Greatest Stretch
  • 3m Row at 20s/m
  • 2 Rounds
    • 16 GHD Sit-ups
    • 15 Hip Extensions

I really tried to be explosive with the GHD sit-ups today and lock out the legs. First time doing hip extensions in a long time.

Strength

5 Sets

  • 7-10 Back Squats at 20X1 Tempo
  • 90s Rest

Damn that’s a lot of volume! The tempo is pretty much just normal though, since it takes me about 2 seconds to lower anyway. I did 10 reps each at 135#, 155#, 195#, and 215#. Then jumped up to 235# to really push it on the last set and managed to get 7 before I dumped the bar. At the end I was sweating like I just got done with a 10 minute WOD.

WOD

10:00 AMRAP

  • 7 Wall Balls (20# MB, 10′ target)
  • 7 Push-ups
  • 7 Pull-ups

I did all butterfly pull-ups and am really starting to get the rhythm down. Completed 10 rounds plus 5 more wall balls, pretty much going non-stop. Had to transition from a wall ball and push-up spot over to the pull-up bar each round, otherwise I bet I could have gotten at least another full round in. 70 butterfly pull-ups is a lot higher than any previous day I’ve done. I’m sure glad I remembered to shave my calluses this morning though!

Oh…almost forgot. Zach Lind, the drummer from Jimmy Eat World, was in to WOD today.

Working on Muscle-Ups

Feeling good today. Pecs are still sore from the competition. Was up early so headed in to work on muscle-ups before the 9am class.

I started out with rings hanging low from a pull-up bar so I could get in some reps working the transition with my feet bent under me and on my toes. Then I moved over to a set of rings I could grab on to while standing flat-footed and worked the strict transition. I kept missing because I’d let the rings get too wide and I was too slow in the turn-over. I nailed a few of them though. Just from that bit of work, my wrists started to rub raw. Need to try to do this once or twice a week.

Warm-up

  • 4/4 World’s Greatest Stretch
  • 15 No Push-up Burpees
  • 200m Run
  • 100m Run Backwards
  • 200m Carioca (100m each direction)
  • 300m Run
  • 3 Rounds:
    • 10 Evil Wheels
    • 5/5 Glute Bridge March
    • 10s Glute Bridge Hold

I worked up quite a sweat with the evil wheels.

WOD

  • 30 Box Jumps (30″)
  • 20 Full Cleans (155#)
  • 30 K2E
  • 20 Single-arm Push Press (53# KB)
  • 30 Sit-ups
  • 20 Alt Pistols
  • 30 Burpee Box Jumps (30″)

Damn those cleans sucked ass and then the burpee box jumps at the end were pretty killer as well. Everything else was smooth sailing for the most part. I did the box jumps unbroken, the K2E in 12-10-8, push presses in sets of 5 per arm, sit-ups unbroken, and pistols with 2 short breaks mainly to get back to balanced. Really had to concentrate on the box jumps at the end. Finished in 16:36.

Above Rx

My legs are pretty beat up from the tempo work this week. That was some heavy lifting! Took a longer rest and went in at 5:15pm tonight. The WOD didn’t look too bad and no strength work so I was kind of looking forward to an easier day. I should have known better!

Warm-up

  • 5/5 World’s Greatest Stretch
  • 2/2 10s Samson Stretch
  • 1/1 minute Hip Flexor Stetch
  • 2×3/3 Turkish Get-ups

The hip flexor stretch was new and pretty rough. For the Turkish Get-ups I used a 35# KB and then a 40# KB.

WOD

5 Rounds

  • 40 DU (unbroken)
  • 30 Chest-to-deck Push-ups
  • 20 OH Walking Lunges (45# Plate)
  • 10 Ring Dips

That’s the Rx+ version of the WOD Gayle challenged us to do. It ups the DU to unbroken, push-ups to chest-to-deck, walking lunges to weighted OH lunges, and dips on a box or rack to ring dips. Shit the bed! So much for an easier day. I knew the push-ups would be absolutely brutal and of course they were after the 2nd round. I messed up a few times on my DU early in a round, but was solid with them until messing up at 33 in the 5th round. I think I let out an F-bomb. I pushed through the walking lunges as much as I could and then the ring dips were pretty brutal for me today. Finished in 22:36.

Being forced to do unbroken DU in WODs has dramatically improved them for me though. You concentrate so much more because you don’t want to do the work all over again.
