Return to Super Sunday

My lats are sore from the pull-ups yesterday. Chest is a little sore too. Out in the garage early again. Warmed up with 5:00 Air Dyne (2.38km).

Coffee Squats

2 Front + 5 Back

  • 45#
  • 95#
  • 135#
  • 155#
  • 175#
  • 195#
  • 215#
  • 235#

Far cry from the most I’ve done for this squat complex, but it’s the most weight I’ve had on the bar in over 2 months. Coming back slow and steady.

After missing the last couple of Sundays, I was glad to be back.

Warm-up

  • 1,000m Row (4:20)
  • CS Activation
  • Bottom Squat Hold
  • Shoulder mobility with band

Helen

3 Rounds

  • 400m Run
  • 21 American KBS (53#)
  • 12 Pull-ups

pumpsFirst run was about 1:35 so I knew I was on a solid pace. Was able to do each set of kettlebell swings and pull-ups unbroken though I had to dig deep to stay on the bar for the last 4. Got slower on the runs, but held on ok. Finished in 8:53, which is a 37 second PR and probably the most legit 400m runs I’d done with Helen as far as distance. Must have been the Pumps, which I wore for the first time. Have had running in a workout the last 3 days and it has felt decent, which is a nice surprise. Walked 200m to cool down.

4x NFT

  • 50m Sled Pull between legs (145-190-220-235#)
  • 5 Strict Deficit HSPU (2″)

The sled pull was done walking forward bent over with the straps coming through your legs.

5 Rounds

  • 10 V-ups
  • 20 Push-ups
  • 30 Plyo Lunges

I split up the push-ups into 10-10 every round and did the v-ups and lunges unbroken. Every round of lunges was a deep burn, but the last two rounds were a fight to keep going. Finished in 8:42. Walked another 200m to try to flush out the legs some. My ass is going to be sore tomorrow!

Did Crossover Symmetry Iron Scap before leaving and will do some stretching tonight. Need to get outside and do some raking if the rain holds off.

Shoulder Pump

My hammies are feeling tight from squatting the last couple of days I think. In for the 9am class at CFi.

Warm-up

  • Bar Hangs
  • 3 Rounds of “Cindy”
    • 5 Pull-ups (strict)
    • 10 Push-ups
    • 15 Air Squats
  • Deadlifts
    • 4×155#
    • 4×245#
    • 4×315#

XWOD

7 Rounds

  • 4 Deadlifts (345#)
  • 1 Broad Jump

Bumped up the weight 10# from last week which was 8×3. No issues with the back.

Strength/Skill

8:00 EMOM

  • 6 Thrusters (135#)

The thruster attack plan is working pretty well. Wasn’t easy but not terrible either.

Conditioning

“Helen”
3 Rounds

  • 400m Run
  • 21 American KBS (53#)
  • 12 Pull-ups

First run was about 2 minutes! Yuck. Need to be faster than that. All swings were unbroken and pull-ups were 12, 7-5, and 8-4. Finished in 10:04. I think thrusters destroyed my shoulders a bit. I couldn’t even touch my shoulders after the workout that’s how pumped up they were. Not even close to my PR time of 9:30, the only other time I did “Helen” over 2 years ago. Don’t remember what we did for the runs then, but maybe it was really short (or at least I’ll tell myself that to feel better). The bottom line is I need to push myself more when running in a metcon.

Afternoon garage time just before 4pm. Warmed up with an easy 3 minutes on the Air Dyne for 1.24km.

5 Rounds

  • 1:20
    • 15 C2D Push-ups
    • Air Dyne
  • 1:00 Rest

Was able to do the push-ups unbroken every round and couldn’t believe it. Gave me pretty much exactly 1 minute on the Air Dyne each round by the time I got on it. Distances were 0.7, 0.75, 0.74, 0.74, and 0.74 km.

Walked a half mile to cool down.

Barbells for Boobs

2013-989-crossfit-barbells-for-boobsWent out to 989 CrossFit this morning for the Barbells for Boobs event. It was a partner workout that Kevin and I paired up for.

“Helen” meets “Grace”

  • 3 Rounds
    • 400m Run
    • 21 KBS (53#)
    • 12 Pull-ups
  • 30 C&J (135#)

Both team members run together, but split up the rest however you want. I did the first round of KBS and then the 2nd and 3rd rounds of pull-ups. Kevin obviously did the opposite movements in those rounds. I think I went 7-6-4, all touch-n-go on my C&J. The 400m runs had to be a little short because the top team did their first run in a minute. We finished in 9:26, tied for 2nd place, but a full minute behind the first place team, who destroyed the runs. In a 1 round Rowling tiebreaker, I did 106m against the other teams 105m, so we officially took 3rd place. It was a really fun event, especially since it was for such a great cause.

I jumped on the rower for 5 minutes to cool down.

Feels Good to be Back in the Box

I was still kind of sore this morning, but I was able to go in for the 9am class and I felt great after warming up.

Warm-up

5 rounds

  • 1m Bottom Squat Hold
  • 1m Jumping Jacks

WOD

“Helen”
3 rounds

  • 400m Run
  • 21 KBS (53#)
  • 12 Pull-ups

I felt really good in this one. All of the KBS were done unbroken and I broke each round of pull-ups into 2 sets. Finished in 9:30.

Finisher

EMOM 10:00

  • 100m Sprint (50m down and back)
  • 3 Burpees

This may have been tougher than the WOD. Felt good after, but the sprints started feeling slower and slower until the last one where I dug deep.

It sure feels good to be back in the box, especially after only doing one WOD last week leading up to the competition. Maybe all of the rest was really needed though since I had been pushing my body so hard the couple of weeks before.
