I didn’t get a chance to post this yesterday because the Internet wasn’t working at all in the place I’m staying…

My hamstrings and inner thighs are really feeling those 100 back squats.. Went in for the 9am.

Warm-up

  • 400m Run
  • 50 feet of Burpee Broad Jumps
  • 2 Rounds with 1 minute rest between
    • 10 Straight plate raises
    • 10 45 degree plate raises
    • 10 Bent plate raises (palms down)
    • 10 Bent 45 degree plate raises
    • 10 Bent plate raises and curl (palms up)
  • 3×3 Turkish Get-ups (35# KB, each side)

I used 5# plates for all of the raises, which doesn’t sound like much, but gives a great burn.

Strength

4 Rounds

  • 3 Dead Hang Pull-ups
  • 5 C2B Pull-ups
  • 7 Kipping Pull-ups
  • 2m Rest

The goal was not to come off the bar when doing it Rx, which I was able to do for the first two rounds. Then in the 3rd round I had to drop after the C2B pull-ups, and had to drop a few times in the last round. I was fried and it’s not worth a hand rip.

WOD

  • 10->1 HSPUs
  • 10->1 Ring Dips
  • 30 DUs

I kipped all of the HSPUs and had to split the sets up a lot, but never had to use an AbMat for depth assistance. All ring dips were kipping and broken up as well. Lot’s of breaks on both the HSPU and ring dips because my arms are weak and I didn’t want to hit the point of failure! Rx was unbroken for the DUs, but that would have taken me forever. I did get 30 unbroken in 2 of the rounds I believe, but other than that I just did 30 total each round. My time was 24:24.

Gayle, the owner and trainer who has qualified for Regionals the last two years, worked out next to me and crushed the WOD in 13 or 14 minutes, easily doing her DUs unbroken and only breaking up a few of the other sets. It just goes to show how much better someone elite is!

I felt terrible after the class. This had to be the toughest upper body CrossFit class I’ve completed. I was absolutely destroyed and didn’t feel well as soon as I got done with the workout. I’ve had times where I felt bad for an hour or two, but not the entire day. I wish I was exaggerating, but I felt so bad I was in bed all day and took a sick day from work. I was a little concerned I actually had Rhabdo, but I seem ok today.

I had a massage from Cora earlier today, which usually translates into good deadlifting and today was no exception. Went to open gym.

Warm-up

Did a bunch of jump roping and double unders.

Strength

5×3 Deadlift

Warmed up with 10 at 135# and then hit 3 reps at 225#, 315#, 345#, 365#, and 385#. My goal for the day was to hit 385# which is supposed to translate into about a 425# 1RM, which is 10# over my current max. The reps at 385# were pretty easy so Matt convinced me to go for 405#. Once I got it moving it wasn’t much of a problem. But I started to lose the grip on the way up in my second rep and just couldn’t hang on through the 3rd one, so I had to bail on it. The strength was there though, so that’s good.

My low back didn’t feel very good on the set at 345#, so I was kind of worried, but the rest of the way it felt fine. 405# for 2 reps is supposed to come out to 430# for a 1RM and 3 reps to 445#, so I should be able to make a nice jump the next time around. Not sure I’ll be able to get it done next week since I leave for Arizona.

Explosion Training

Casey and I rigged up a box with mats and started doing max height jumps over a PVC pipe. I made it over 54″ without much trouble, but then my footwork got all messed up and my head got in the way. Was fun to do and a lot safer than jumping that high on to boxes.

I wanted to get in some Olympic lifting work since we hadn’t done any all week. Was only planning on going for 10 minutes, but it felt good, so I added 4 more minutes. The cleans started to get tough, but overall this wasn’t that taxing on the cardio, which is fine since those heavy deadlifts and high jumps took a lot out of me. I’m sure tomorrow will be a nice long met-con anyway.

30 Rounds

  • Power Snatch (95#)
  • 2 OHS (95#)

This was tough, but not in the way I expected. The OHS added up and really worked my legs and hips. I finished in 8:26.

Strength

Find 1RM Bench Press

Did 10 reps at 95# and 3 @ 135#. Then went 185#, 205#, 225#, and failed at 245#. Maybe could have got 240# if I had tried it.

Skills

Worked some on butterfly pull-ups and started to get the feel for them. I was getting a few in a row, but then I’d still bottom out on kill my shoulders. Getting better though.

Did a bunch of DUs and knocked out 5 streaks over 50! Last set of the day was 85, a new PR. So close to the century mark!

I did 115#, 145#, 165#, 185#, and 205#. That’s up from 195 I did last time and equal to what I did a couple of weeks ago for bench press. But the 205# was easier on the floor press, which doesn’t make much sense.

Great WOD! I figured I could break under 20 minutes due to the fact that my “Grace” time with 125# is in the low 4s and I can do “Cindy” rounds in less than a minute. Finished in 17:46, but screwed up in the 2nd round through. I messed up my sticks and was a round of “Cindy” short, so I had to do 6 at the end. Clean and jerks felt good and I didn’t even really jerk them, mostly push presses. Rounds of “Cindy” aren’t too bad, except the push-ups start to get hard and had to break them up a bit. Very solid WOD though, which tested both my improved strength and my conditioning. Both felt solid.

Find 1RM Front Squat

After hitting my previous 1 rep max (235#) for 3 reps last week, I was looking for a nice PR today. Warmed up with 6 reps at 135# and then went 185#, 215#, 235#, 245#, and 255# for a 20# PR. It was pretty easy too.

I went Rx with 115# and finished just under the time limit with 25:45. Pretty happy with that because a long barbell complex in far from my strength and I held my own. I’ll be feeling that one in my legs for a few days.

I Should Be Resting

Tired. Was falling asleep with the laptop on top of me in my chair, but went in for open gym.

Bench Press

Starting a new cycle with Kevin, so it was a 5×5 today. Did 8 at 135# and then 5 reps at each of 155#, 175#, 185#, 195#, and 205#. I was not feeling the lifts and last cycle I only hit 2 at 205#, so I was thrilled to get all 5 today.

Heaving Snatch Balance

I wanted to get above my snatch max, but probably took too small of jumps, which tired me out. Went 75#, 85#, 95#, 105#, 115#, 125#, 135#, 145#, missed at 155#, 155#, and a miss at 160#. The plan was to get in 10-15 singles and that was 11. Was pretty fatigued at that point, so stopped before getting hurt.

Double Unders

I made an attempt at the “Flight Simulator” which is an unbroken DU ladder WOD. You have to hit 5 unbroken DUs, stop, then 10 unbroken DUs, stop, and so on all the way up to 50, then back down the ladder. Each ladder jump is 5 reps. I made it up to 35 before I decided to come back down. I was failing too many times on the attempts at 30 and 35. Coming back down went so much faster than going up. My time was 14:51 for the 35 Flight Sim. I’ll take it since I hadn’t even been able to make it up to 25 in a mini flight sim before.

Open Gym Friday

It’s been awhile since I did an open gym session at Survival Fitness. First I started with a WOD they did on Wednesday, which I had missed out on.

21-15-9

  • Box Jumps (24″)
  • HR Push-ups
  • T2B

The box jumps were easy and all done unbroken with rebounding off the ground. Hand release push-ups went better than expected, but I had to take some breaks in the rounds of 15 and 9. I set a new PR with 21 unbroken toes to bar, but that ended up hurting me. I couldn’t string them together very well for the next 2 rounds because my hips wouldn’t snap shut. They were one at a time in the round of 9. Finished in a time of 5:07, but was hoping to go sub 5. Great little WOD though.

8:00 AMRAP

  • 20 Push Presses (75#)
  • 20 OHS (75#)

I got 2 full rounds plus 20 push presses and 11 overhead squats, which is 3 reps shy of when I did it a couple of months ago in San Diego. I screwed up in round 2 though and for some reason started doing back squats, so lost valuable time and reps there. This is a great shoulder burner.

Early Present To Myself

My legs aren’t as sore as I expected from squat day and 2 hours of playing soccer.

Went to the Olympic Lifting class at 6pm and worked on snatches for the entire hour. After warming up with the PVC pipe and bar, I started adding weight. I think I went 75#, 95#, 115#, 125#, 135#, and 145# with a lot of reps on the lighter weights and a few as they got heavier. Never missed the entire hour. I did screw up a little on some of them and caught them in a power snatch instead of a squat snatch. Receiving the bar felt better than it ever has and I nailed 145# more times tonight than I have combined in all previous attempts.

Maybe I should have tried to go for 155# which I have only done once and it was an ugly power snatch in competition, but I didn’t want to get greedy. I couldn’t have been more pleased with the reps tonight. I’m still fighting to keep my shoulders back as I setup and get that big chest. Kevin gave me a tip about my feet that seemed to really help too. I was getting too close to the bar in my setup and he told me that I should get to the point where I would only see the base of my big toe in front of the bar looking down. Felt weird, but I think it really helped out.

I hurried home to check for a package that was scheduled to arrive from Rogue and it was waiting on the front porch.

She is a thing of beauty. My buddy Brent came over and we broke her in. I rowed a couple 500s before he showed up.

Jumping right from the rower to DUs was tough shit. My last round was actually my best at DUs and I knocked out 23 in a row right off the bat. Overall I did ok with my DUs, but they need a lot of work when I’m that tired because I was missing way too many. Each round or the rower was a bit slower too, but I tried to push it with everything I had on the last 500m and finished it in 1:47. I don’t remember what any of my other splits were because I kept looking at the pace clock which is bigger. Either I’ll have to figure out how to configure the display better or get used to what numbers are which.

I’m glad I made the purchase. She’s going to get a lot of use!

A Little Recovery

Doing death by push-ups last night probably wasn’t the greatest idea in the world, but I need the extra push-up work. The front of my shoulders are pretty shot today. Because of the weather I came back home during the day and went in to open gym.

The plan was to do 20 minutes but the clock got reset part way though and I ended up doing an extra round through. After the first 2 or 3 rounds I didn’t miss a double under. I was pretty stoked about that. Probably should have bumped it up to 30 DUs, but oh well.

After finishing up I worked on mobility for 30 or 40 minutes. I wanted to work on butterfly pull-ups, but decided it wasn’t the best time for it with my shoulders being shot from yesterday. Gotta be smart.
