Early to Bed

I was exhausted early again last night so went to bed shortly after 10 and then in for the 9am class again.

Warm-up

  • 3 Rounds
    • 20s Bear Crawl
    • 10s Rest
    • 20s Zombie Kicks
    • 10s Rest
    • 20s Air Squats
    • 10s Rest
  • 10 Burpees

Strength

Deadlifts

  • 5×135#
  • 5×225#
  • 5x3x315#

Was programmed to be 5×1 @ 90+% but my back is still jacked from trying to do heavy triples on Friday. First set at 315 started to feel tight in that area, so I just stuck with that weight for every set.

Accessory

12:00 EMOM

  • Odds: 8 Pendlay Rows (135#)
  • Evens: 15 Band pulls (purple band)

Supposed to use 40% of max deadlift for the rows. Haha! I’m not sure I could row that much for 1 rep. 135# was plenty and still a struggle for the last couple reps each set.

Conditioning

20:00 EMOM

  • 4 Thrusters (75#)
  • 4 Pull-ups
  • 4 Burpees

Another choose your own adventure between 3-5 reps of each. Matt tried it with 5 yesterday and was terrible, so 4 it was for me. Was finishing rounds in 30 seconds at the beginning, but up around 43 seconds by the end. I was getting done with my thrusters in 8 seconds from start to finish. With a tighter kip and using the hips, pull-ups didn’t fatigue and felt good through all 20 minutes. Transitioning between movements slowed and my burpees got slow, which brought my times down. Rough workout; a real mental grind in the second half.

More Burpees

Went to open gym after 5 tonight

Warm-up

Did some stretching.

Strength

Was supposed to do 5×3 deadlifts @ 80-90%

  • 5×135#
  • 5×225#
  • 5×315#
  • 3×385#
  • 2×435#
  • 3×385#

That 435 did not feel good on my back and I barely got it moving off the ground! Cut it short after that. Pretty dumb to jump right in after not deadlifting for 2 months.

Conditioning

15:00 AMRAP

  • 20 Over the bar burpees
  • 20 Snatches (75#)
  • 20 Over the bar burpees
  • 20 Snatches (115#)
  • 20 Over the bar burpees
  • 20 Snatches (135#)
  • 20 Over the bar burpees
  • 20 Snatches (155#)

Snatches felt pretty good, but my engine just died. I finished the 135# snatches and got 1 burpee after that. I think I went 10-5-5 on the 75# snatches, then the first 3 on 115#, but then dropped every rep after that and just kept getting back on the bar.

Better Already

Day 2 doing the 9am.

Warm-up

  • 10 HR Push-ups
  • 20 Air Squats
  • 20 PVC Pass-thrus
  • 10/10 Leg Swings (S-S, F-B)
  • 10 Burpees

Strength

5×5 Bench Press @ 70-80%

  • 10×45#
  • 5×95#
  • 5×135#
  • 5×170#
  • 5×180#
  • 5×185#
  • 5×190#
  • 5×195#

Little struggle with the last set. Not sure I could have done 200#.

Conditioning

4 Rounds

  • 4×3 C2B Pull-ups
  • 3×3 Deadlifts (165#)
  • 3×2 Hang Power Cleans (165#)
  • 3 Shoulder to Overhead (165#)

Interesting twist with the sets. We could hang on to the bar from movement to movement, but couldn’t do more than the assigned number of reps per exercise at a time. I felt better in this workout than yesterday. Did all push jerks and strung them together in the last two round instead of stopping in the rack after each rep. Finished in 12:32.

Extra

  • 2×5/5 Turkish Get-ups (35# KB)

Went in for open gym around 5:30 for a row workout from NCLab.

  • 500m Moderate
  • Rest 1:00
  • 4 rounds
    • 300m Hard
    • 200m Easy
    • 100m Sprint
    • Rest 1:30
  • 500m Moderate
  • 4 rounds
    • 300m Hard
    • 200m Easy
    • 100m Sprint
    • Rest 1:30
  • 500m Moderate

That adds up to 6,300m. The most I’ve ever rowed was 5,000m in a day, which is pretty terrible when doing it for time. I reset the computer on the rower a bunch of times so I didn’t have to keep track of the rollover meters going into a new round.

Row Pacing Template

  • Sprint: sub-2000m PR pace (Faster than 1:47/500m)
  • Hard: 2000m PR pace + 0-5sec (1:47-1:52)
  • Moderate: 2000m PR pace + 10-15sec (1:57-2:02)
  • Easy: 2000m PR pace + 25-30sec (2:12-2:17)

The hardest part might have been going slow enough during the easy pace. I was under 1:40 for all of the sprints I think and really went close to 100% on some of them. Fun little workout.

Jumped on the Air Dyne (AD6) to do a 1:00 test, but fucked it up because we started with the timers at 0:06 and I forgot to keep going up to 1:06. Still managed to rack up 34 calories even though I slowed down a ton even before stopping early at 1:00. Will try it again next week and should be able to get over 40. I was still shaking from the row actually before doing this.

Great Lakes Bay Region Throwdown (GLBRT) 5

Today was the 5th area throwdown. I’ve been on the winning team for the 3rd and 4th running, but this one was a little different. It was gym based where each would count their top two teams (each team was made up of 2 men and 2 women) in each event towards their score. Teams could be changed for each event.

We still ended up coming out on top to bring the belt back to Survival Fitness. I was able to compete in each event.

Event 1

6 Rounds

  • 10m Human Wheelbarrows for both pairs on the team
  • 20 Reps (95#, OHS for men, Front squats for women)

Casey and I each did 20 unbroken reps each and then 10/10 in the last round. The gals did 10/10 in the opposite rounds.

Event 2

21-15-9

  • Snatches (115/75)
  • Thrusters (115/75)
  • Cleans (115/75)
  • Deadlifts (115/75)
  • HSPU
  • T2B
  • Burpees
  • Air Squats

I did the deadlifts and HSPU each round.

Bonus:
1:00 for each movement, which subtracts from the workout time.

  • Unbroken set of DU
  • Pistols
  • Wall Ball 2-for-1s
  • MU

I was on MU duty and only managed 3. It’s been months since I last did a MU and my shoulders were shot from the HSPU.

Event 3

It was 4 different maxes for the team. I was put on deadlift. Warmed up with 5×135#, 3×225, 2×315, and 1×405. Knocked out a safe 475# right away and waited until the end of my 3 minutes to go for a PR of 525#. I had it moving no problem, but lost my grip on the left hand and had to let go. Oh well. I realized I forgot to chalk up for those deadlifts, which is the only time I ever use chalk. Probably would have been able to hold on!

My back was pretty lit up after that last deadlift attempt. For some reason after getting out of the shower, my legs are on fire.

Steaming

Went out to the garage around noon to blow off some steam. The windows actually got steamy in there too after having the gas heater on for about a half hour. I had to turn it off it was getting so warm. Not bad considering it’s 36 degrees (feels like 27) outside.

Warm-up

Did about 200 DU in various sets.

OLY

3 Position Halting Snatch Deadlifts

  • 2 @ 115#
  • 2 @ 135#
  • 2 @ 155#
  • 2 @ 175#

Snatches

  • 3 @ 95#
  • 3 @ 115#
  • 3 @ 135#
  • 2 @ 155#
  • 1 @ 165#
  • 1 @ 175#
  • F @ 185#
  • 1 @ 185#
  • F @ 195#
  • F @ 195#
  • F @ 195#
  • F @ 195#
  • F @ 195#
  • F @ 195#

I’ll get it eventually!

Pause Front Squats

* 2 second pause in the hole

  • 3 @ 135#
  • 3 @ 165#
  • 2 @ 185#
  • 2 @ 205#
  • 2 @ 215# (might have done this set twice)
  • 2 @ 225#
  • 1 @ 235#
  • 1 @ 245#
  • 1 @ 255#
  • 1 @ 265#
  • 1 @ 275#
  • F @ 285#

Haven’t done a squat pause since this past winter in Phoenix. Felt pretty good, even after front squatting yesterday.

OH Mobility

I’ve wanted to start playing with some things to improve my OH position. As evidenced by my snatch attempts I’m having a hard time receiving the bar in a stable position.

  • 5 @ 45# Bar w/ hand completely on knurling of the Operator bar
  • 2 x 5 @ 45# Bar w/ 2 fingers on smooth part of the Operator bar
  • 5 @ 45# Bar w/ 3 fingers on smooth part of the Operator bar
  • 5 @ 45# Bar w/ hand completely on smooth part of the Operator bar

Haha, I fell over at my first attempt with 2 fingers on the smooth part of the bar.

Could feel the bar coming forward in pretty much every rep when I descended into the squats, but fought to keep it back. These are going to be a big help I think.

Decided to go in to open gym at 5:15pm since I told a few people I’d be there.

Did a few clean position drills with Alex as a warm-up since I didn’t really know what I wanted to do. I’ve been talking about doing deadlifts for the last couple of weeks since I haven’t done any heavy ones since my 515# pull.

Deadlifts

  • 5 @ 135#
  • 5 @ 225#
  • 5 @ 315#
  • 5 @ 385#
  • 5 @ 435#
  • EMOM 5:00 – 3 @ 365#

Back was already a little fried from the garage session, but felt pretty good about the work.

Conditioning

  • 2,000m Row

I did a 7:23 in May, so was aiming to keep a sub 1:50/500m pace. Set a new PR by 10 seconds with a 7:13! I was doing a shit ton more conditioning back in the summer too. I think the extra leg strength and power was a big help because I highly doubt my lungs are better now.

20131122-192150.jpg

The date on the rower is obviously wrong. 🙂 Felt good coming out of the gate, but started falling off the pace. I actually think I was having more of a power problem them I was breathing in that 3rd 500m. Should have tried to push harder in the last 200m instead of just the last 100m.

I grabbed a couple of KB just to try double-arm OHS. Did 10#, 15#, and 20#. Wasn’t too bad, but could still feel the arms floating forward. I wouldn’t be able to hold a heavier weight in place at the bottom of the squat. Work in progress…

Trying to Keep the Snatch Close

Had a “rest” day yesterday, but spent 2.5 hours climbing ropes and shit at the Adventure Park in Frakenmuth last night. So much fun and a lot of stabilizer muscles got worked, especially in the shoulders. Worked out by myself in the garage tonight.

Warm-up

5:00 Air Dyne

OLY

  • 4 x 3 x 75# Hang Snatch High Pulls
  • PVC Hang Snatch High Pulls and Hang Power Snatches
  • 2 x 3 x 75# Muscle Snatch
  • 4 x 3 x 95# Power Snatch

I was trying to work on keeping the bar close to my body on the 2nd pull and making sure to keep pulling with the arms. Results were mixed. I felt like it was damn close, but video showed the bar was still coming outside the starting line from where it was on the floor, often by quite a bit. It did seem to be getting back into a good position better though.

Strength & Gymnastics

5 Rounds

  • MAX Pull-ups
  • 5 Deadlifts (315#)
  • 2:00 Rest

I started out wearing the gymnastics grips, but they always seem to bunch up on my under the fingers and start to hurt like a bitch. They also didn’t work too well with the deadlifts. I took them off after the second round. The grips limited my pull-ups in the first two rounds, otherwise I would have had a new streak PR no problem. I got 16-11-13-12-11 pull-ups.

Finisher

Jumped back on the Air Dyne for 10 minutes at a pace faster than warm-ups. 242 calories and 5.52 km.

A Solid Bro Session

10am bro session with Kevin and Matt. I got a little more sleep last night, so feeling good.

Warm-up

3:00 Air Dyne

OLY

Power Clean warm-up

  • 2 x 2 x 135#
  • 2 x 155#
  • 2 x 175#
  • 2 x 205#

10:00 EMOM

  • 225# Clean

We did a Conga line, but waiting to start the next round on the minute. I did all squat cleans until the last one where I did a power clean. Had one miss around 3 or 4 when the bar was way too far forward, but picked the bar right back up and got it. Tried to remember to keep over the bar in my setup.

Strength

Back Squats

  • 5 x 135#
  • 5 x 225#
  • 2 x 255#
  • 2 x 285#
  • 1 x 305#
  • 1 x 325#
  • 1 x 340# (PR)

The set of 135# never felt so easy and smooth. Cleans were an awesome warm-up. PR is up 5# from the last one a month ago.

WOD

10 Rounds each, alternating people through

  • 3 Deadlifts (175#)
  • 2 Hang Power Cleans (175#)
  • 1 Push Jerk (175#)

Kevin stopped after 5 rounds so then it was just Matt and I going back and forth the 2nd half. Cleans got tough at the end.

Finisher

5 Rounds

  • 50′ High Prowler Sprint (70# sled + 90#)
  • 50′ Low Prowler Sprint (70# sled + 90#)
  • Rest while partner goes

Matt and I did this and I have a little “Fran lung” from it. The last two rounds were pretty horrible.

Did a slow 10:00 on the Air Dyne to flush everything out and cool down.

4th GLBRT

Today we competed in the 4th Great Lakes Bay Regional Throwdown {GLBRT}, which was held at Survival Fitness Bay City. We won the 3rd a few months ago, so were hoping for another good finish.

Event 1: “XL Karen”

10:00 Cap
200 wall balls for time.
Women 16# 9′ target. Men’s 20# 11′.
1 person working at a time.
5 burpees EMOM (whole team).

I think we finished in 7:53 to tie for first place.

Event 2: “Grace and Isabel’s Big Day”

10:00 Cap
Part 1:
30 Box Overs (24/20)
Part 2:
“Grace” (135/95)
Part 3:
“Isabel” (135/95)
Part 4:
30 T2B

One Athlete working at a time. There is no requirement on how many reps each athlete needs to complete. There will be two bars provided for the WOD.

We crushed this one and even though I didn’t think I was going to be able to do touch-n-go snatches, I got 2 without trouble in the warm-up and was excited! I was able to get sets of 4-3-3 I think in the workout. We took first and finished around 4:30 I think.

Event 3: “Fran Fran go Fran”

10:00 Cap
63-45-27
Thrusters(95/65)
Pull ups

– One person working at a time.
– Each teammate must complete a thruster and a pull-up in each round.

Not our greatest, but we still took 5th with a time of 7:33-ish. Put us in a tie for first heading into the final event, which was for the top 6 teams.

Event 4

Must choose one person for each part, each teammate must be used.
Part 1:
3:00 AMRAP
Max Air squats
Rest 1:00

Part 2:
3:00 AMRAP
Air Dyne calories
Rest 1:00

Part 3:
3:00
Max deadlift
Rest 1:00

Part 4:
3 min AMRAP
Meters rowed

Score = squats + calories + pounds + meters.

– To make the dead lift more fair, we will subtract the dead lifters body weight from their final dead lift. They will be weighed on spot.
– Teammates CAN help the dead lifter load the bar.

I really liked our chances going into this one. We brought home the belt with 1st place in this event for the overall win! The crowd really got me going and I ended up setting a 15# PR on my deadlift with a pull of 515#.

Really fun day!

I’ll add more pictures later once everyone posts them on Facebook.

Eating to Perform and Performing PRs

Starting keeping track of food yesterday in an attempt to eat following some of the Eat to Perform guidelines. A lot more carbs than I’m used to eating. Went in at 10am to lift with Kevin.

Warm-up

  • 500m Row
  • PVC Pass-thrus

Olympic Lifting

More snatching! Did my typical 5:00 with 45# on the training for position work and then got into the snatches. Had no plan going in, but wanted to try to set another PR.

  • 3 @ 95#
  • 2 @ 115#
  • 2 @ 135#
  • 1 @ 155#
  • 1 @ 165#
  • 1 @ 170#
  • F/1 @ 175#
  • F/F/F/1 @ 180#
  • F/F/1 @ 185# (PR)

When I get up there I have to remember to be explosive and not focus too much on dropping under it. I also need to stay patient with standing up. Was frustrating with so many misses, but mission accomplished. Ten more pounds for a body weight snatch!

Strength

Wanted to do back squats, but didn’t really have a plan for them either.

  • 5 @ 135#
  • 5 @ 185#
  • 5 @ 225#
  • 5 @ 255#
  • 1 @ 265#
  • 1 @ 275#
  • 1 @ 285#
  • 1 @ 295#
  • 1 @ 305#
  • 1 @ 215#
  • 1 @ 325#
  • 1 @ 335# (PR)

Wasn’t expecting that, especially after already doing so many singles. Felt good to have my squat back. Kevin pointed out that I’d let my elbows drift back sometimes on the way up, which caused my forward lean and ugly squat. I was able to keep it pretty solid after that, but it happened on 335# lift and I was able to power through it.

Back at 7pm to workout with a class.

Warm-up

3 Rounds

  • 20s Bottom Squat Hold
  • 10 Zombie Kicks
  • 5 Burpees

Strength

10:00 EMOM

  • Odds: 5 RDLs (195#)
  • Evens: 10/10 Kroc Rows (62# KB)

Today I learned that the RDL is not another name for a stiff leg deadlift, which I always thought was the case. I’ve always been doing SLDL and calling them RDL. Whoops!

Here are some short demos and explanations from Catalyst Athletics for each type of deadlift:

10:00 EMOM

  • 8 Strict Chin-ups
  • 30s Plank

Trying to use the chin-ups to work my biceps to help out my elbows, which hyper-extend. The right one has been getting achy for a few weeks due to all of the snatch volume.

WOD

12:00 AMRAP

  • 5 SH to OH (115#)
  • 10 Deadlifts (115#)
  • 15 Box Jumps or Step-ups (24″)

Two minutes longer than Open WOD 13.2, but I got about a round less. I did all box jumps until the final round, which I think gassed me a lot more. I never took a break during the Open, but took quite a few today. Managed to get 7+26, but was expecting more. I did all of the push jerks and deadlifts unbroken without a problem.

180 Pounds of Snatch

In at 10am by myself this morning. Everyone else bailed.

Warm-up

  • 3:00 Air Dyne
  • Behind the Neck Band Pull Aparts (purple)

Olympic Lifting

Did 5:00 of snatch position work with 45# on the training bar, a couple of quick snatch singles with 95#, and then started doing a snatch single EMOM. Not a big fan of snatching heavy without anyone around, but oh well.

  • 115#
  • 125#
  • 130#
  • 135#
  • 140#
  • 145#
  • 150#
  • 155#
  • 160#
  • 165# (Fail)
  • 165#
  • 170#
  • 175#
  • 180# (PR)
  • 185# (Fail)

Had 185# up over me but was too soft and too far forward. Rested 3:00 and gave it another shot with a similar result, but the first attempt was better. I’ll get it next time.

Strength

Shoulder Presses & Chin-ups

  • 5 x 85#
  • 10 Strict Chin-ups
  • 5 x 105#
  • 10 Strict Chin-ups
  • 5 x 115#
  • 10 Strict Chin-ups
  • 5 x 130#
  • 10 Strict Chin-ups

Pendlay Rows

  • 5 x 115#
  • 5 x 135#
  • 5 x 155#
  • 5 x 165#

I should have went for more here, but haven’t done them in weeks.

WOD

4 Rounds

  • 200m Row
  • 30s Rest

Felt solid on the rower. Didn’t want to over do it, with plans to go to class at night.

20130912-121928.jpg

Went to the 7pm class.

Warm-up

3 Rounds

  • 1:00 Bottom Squat Hold
  • 15 PVC Pass-thrus

Strength

Back Squats

Warmed up with 10 @ 45#, 5 @ 95#, and 5 @ 135#.

  • 5 @ 185#
  • 5 @ 225#
  • 5 @ 225#
  • 5 @ 265#
  • 5 @ 265#

Ass To Grass! Back using the weightlifting shoes today to help me out with my squats and stuff. Squats are feeling better finally.

WOD

15-12-9

  • Deadlifts (225#)
  • HSPU

Finished in 4:10. This was just 9 reps of each short of being “Diane” but 9 reps of each more than the 12-9-6 I did in 5:18 back in November. Over a minute faster with 18 total reps extra. I’ll take that improvement! I can probably finally knock out the real “Diane” in a respectable time now.

Rest 4:00

15-12-9

  • One-arm Snatches (45# DB, alternating)
  • Burpees

Did this one in 3:41. Liked these WODs!

Core

3 Rounds

  • 5/5 Turkish Get-ups (increasing each round, 30#/35#/40# KB)
  • 90s Rest

Good work to improve shoulder strength and stability.
