Feeling more back to normal today, although I did wake up with a headache again. Went at 10am and Kevin and I did our own thing today.

Warm-up

I did a 500m Row and some PVC pass-thrus.

OLY Technique

1 Snatch EMOM for 10:00

I started out at 75# and worked my way up, doing the last 2 or 3 with 135#. It’s been far too long since doing a full squat snatch so it felt a bit awkward today.

Strength

Haven’t done heavy overhead squats since I set a 1 rep max of 165# last year. Went 95-125-145-155-160. Pretty tough, but felt good to do them again.

I had my belt so strapped on a KB for the weight. I don’t think I can count 5 full reps for my last set of pull-ups. Maybe should have added a 2.5# plate instead of taking the 5# jump.

2013 CrossFit Games Open Workout 13.5

Yesterday my body was absolutely wrecked after training for a total of about 6 hours Sunday, Monday, and Tuesday. I took the day off and even took an hour nap around 4pm. After 13.5 was announced last night I figured I’d give it a go today as long as I didn’t feel like shit. At 4 minutes, how bad can it be? So I went in around 4:30 to warm-up and hit it at 5pm.

4:00 AMRAP

  • 15 Thrusters (100#)
  • 15 C2B Pull-ups

* If 90 reps (3 rounds) are completed in under 4 minutes, time extends to 8 minutes.
* If 180 reps (6 rounds) are completed in under 8 minutes, time extends to 12 minutes.
* If 270 reps (9 rounds) are completed in under 12 minutes, time extends to 16 minutes.
* Etc.

After getting 82 reps Monday on the 12.5 Fran ladder with 95#, I figured 60 was a realistic number to shoot for in this 4 minute WOD. With all sets being 15 reps there is a lot less transition time so pacing should overall be faster.

I planned to do 8-7 or 9-6 on the first 15 thrusters but felt good, so went unbroken. I stuck with my plan to go 5-5-5 on the first round of C2B and it worked well, keeping me away from the point of failure. I think my first round was done in around 1:20. In round number 2 I planned to go 5-5-5 on the thrusters, but again felt good so went 9-6. I didn’t have a plan for the C2B because I knew I’d be feeling the burn at this point. I did 5-4-3-3. I hit my goal! Then back to thrusters to go 5-6 and that last rep was a struggle. I don’t think I could have done a 7th if I had time left, so I think I attacked it pretty well. 71 reps in total, 11 more than my goal!

When I hit that point of muscle failure I’m pretty much dead from there on out, so I’m not sure trying to stretch out my sets would have helped me at all. Probably would have caused me to be hitting singles in that second round of C2B and wasting a lot of time dropping off and jumping back on the bar. I’m thinking I won’t hit this one again, but may give it a go on Sunday just for fun and try to push closer to failure to see what happens since it’s only 4 minutes.

What’s a Rest Day?

Feeling ok today, but after 4 solid days in a row it’s a good idea to take a break from any high intensity. Went in at 6pm for Olympic lifting class.

5×2 Snatch Balance

Worked up in weight, but these didn’t feel very good. My shoulders were not feeling stable at all.

10×1 Snatch

Worked up, down, and back up in weight. Felt better than the snatch balance, but not all that great. I’m not sure what was going on, but I couldn’t even convince myself to drop under 145# today.

5×2 Snatch High Pull

These felt the best out of everything. I think I worked up to 185#.

Came home and while waiting for Kevin to come over, I jumped on the rower at a nice easy pace. In 21 minutes I went over 4,300 meters, which is about a 2:25/500m pace. Call it a recovery row I guess.

Instead of doing a typical 5 sets of X number of reps, I wanted to try something different today. So I strapped on the weight vest, which adds 20# to my frame, and did 5 sets of max reps for each pull-ups and ring dips. My weighted pull-ups kind of sucked and I only got 5-5-4-4-4. Although I usually start around 10# and work up, so maybe not all that bad. For the weighted ring dips I got 10-9-8-7-7.

First time using the new pull-up bar and it felt solid. After doing dips on the rings with weight, I think I’m going to have to do my ring suspension system over again because they are too far apart. I guess that will be a project for next year when I come back from Arizona.

Switch It Up Tuesday

On Tuesday’s I usually go to the OLY class at 6, but it’s time for a week off that much snatch work, especially with 1RM shoulder press tomorrow. I went to the 9am and will probably do some rowing intervals later tonight.

I went with the weight hanging from my feet for pull-ups and used 8#, 10#, 15#, 20#, and 25#. That’s a new high for the weight at my feet and I got all 5 reps. I just recently got up to 20# the last time we did this, so my pull-ups are getting a lot stronger. I only had time for 4 rounds of the sit-ups. Used two 25# KBs, 62# KB, two 35# DBs, and 39# + 40# KBs. The weighted sit-ups never seem to get any easier, partly because it’s so awkward.

WOD

Tougher than it looks. Good workout, but you aren’t left dying on the floor, so it was a nice change of pace after yesterday. I almost took the 71# KB for Kroc rows, but glad I didn’t because I’m not sure I would have been able to get all the reps.

I held the L as long as I could and when my feet started falling, I held knees up as long as I could. I think I averaged about 30 seconds of hold each round and fought for extra on the last round.

More Box Jump Stupidity

My abs are sore from the massive number of back squats yesterday and probably the finisher as well. My legs aren’t really sore at all though. A bit fatigued.

Went to the 6pm Olympic lifting class and worked on snatches.

Worked on these one round at a time without putting the bar down. Took a rest after each time through and added some weight. I started with the bar for a few rounds, then went 75#, 95#, 105#, and 115#. I missed the snatch balance on my first attempt at 105# so I did that one again. I’ve never done a hang snatch before. It’s a lot tougher than starting from the floor.

I started with 125# for a couple of sets, then went 145# for a couple of sets, and finally some at 165#. Not sure how many sets I did at each but it was probably 2 or 3.

After class I headed over to Kevin’s for some garage work.

5×5 Weighted Chin-ups

We almost always do pull-ups weighted at the gym so we figured we’d switch it up a little. I used 10# for the first 2 sets and then 15# for the last 3 sets.

5×3 Weighted Dips

I went 10#, 15#, 20#, 25#, and 35#. Had a few more pounds left in the gas tank too.

Then, the geniuses that we are, we decided to do some high box jumps. After each doing 1-2 jumps at 34″ and 40″, we decided on the 44″. This was a bad idea after so many back squats yesterday. I landed my first jump, but the second one was bad news. My right foot got up, by my left nailed the box and it tumbled off to the right. Scraped up my leg in two places and got a nice bruise that instantly swelled up. Ouch! At least I didn’t get scraped up a ton with this spill.

Finally, did some ab work.

Skip the Intensity

I haven’t been this sore in a long time. My quads, hamstrings, IT bands, and glutes all feel like they’re getting stuck with needles as I walk and especially going up or down stairs.

Had Olympic lifting at 6pm. Worked on snatch triples tonight. Worked up to 115# and then did a lot of sets there. Really concentrated on keeping my shoulders back and lats engaged. Felt more comfortable with it as I kept repping. Then did some snatch grip deadlifts, again concentrating on keeping those shoulders back. Settled in at 215# to work on the form.

My legs felt better after warming up and getting them moving. I bet tomorrow isn’t going to be very fun though. Day 2 always seems to be worse.

After class, I went over to Kevin’s and we did some work in his garage.

Pullovers are a new movement for me and I could definitely feel them working. Was good to get in a bunch of GHD sit-ups since we don’t have a real GHD at Survival Fitness.

I just bought a weight belt, so took that over with me and did some strength work.

I’ve always done these with a DB or KB in my feet, which is supposed to be harder because the weight is farther away from the center of mass. The first set didn’t feel good, but later sets felt ok. Shoulders were a bit fried from all of the snatch work though.

First time doing weighted dips of any kind, so had no idea what I could do. The first 4 sets felt good, but that last set at 20# was a little rough.

Needed a break from intensity after doing a WOD 4 days in a row, but got in a lot of good work.

Match PR Snatch

Olympic lifting class at 6pm and then regular at 7pm. We worked up to heavy snatches and I got up to 145#, matching the PR I set on Sunday. Nailed it on the first try though, compared to 4 attempts, just 2 days ago. Went for 155# but didn’t have the confidence in it and bailed on the pull. Did some clean and jerk work as well and stopped at 185#, doing a few singles there. I’m really enjoying the drilling and can feel a difference already in my technique.

Today was the best I’ve ever done at these. Maybe because it’s been a few weeks and my pull-ups have felt really good lately. I used a 8# DB, 10# DB, 12# DB, 15# DB, and 20# KB without missing any reps. I don’t think I’ve gotten through all 5 reps on the last set using a 15# DB for the last two sets before, so getting all 5 at 20# was a big improvement.

I suck at them and resorted to pretty shitty technique to get them done. My total time including the rest period was 10:24, but I was 2# above Rx since all of the 53# KBs were in use.

Sort of Like “Cindy”

I haven’t been this sore since the competition a few months ago. Who would have thought doing gymnastics (specifically back tuck flip progressions) for an hour could beat up on your body this much. I’m sure Sunday’s WOD and the work I did yesterday have a little to do with it as well. I’ve been using the rumble roller a few times a day and it’s painful as hell! My IT bands have never felt like this before.

I’m getting a hot stone massage this afternoon and making tomorrow a rest day so I figured I better get in to the 9am today for a WOD.

Remind you of the benchmark girl “Cindy” a bit? Same style but tougher in the long run. My strategy was to keep an even pace so I didn’t burn out early. Twenty minutes is a long time. I went unbroken right up until the end of the WOD and even had a little in the tank to speed through my burpees in the last couple of rounds. Finished 14 rounds plus 5 burpees and 5 wall balls. That comes to 75 burpees, 145 wall balls, and 210 sit-ups!

I completed 6 laps (I think! Lost track on the 2nd or 3rd lap) and was about 30m away from finishing the 7th lap. Never had to stop and switched hands around the halfway point of each lap.

Adult Gymnastics at Gym Jesters

Traveling home from San Diego made for a long day yesterday. I got up at 7am to have some breakfast, was picked up from the hotel at 8:30am (Pacific) and the plane landed in Saginaw just before 10pm. I was in bed by 11pm. Today I went to the 11am class and then at 2pm we had an adult class at Gym Jesters Gymnastics Center

Today was a long partner WOD. I was teamed up with Cora and Michelle, the two best women we have at Survival Fitness. We all pushed each other really hard in this one.

We had 40 minutes to do this. I was 8 squats short of getting through the 5th block (did all of the pull-ups). Everyone on the team had to complete both parts of a section before the team could move on to the next area. The team could break things up however they wanted, so in #5 I did rounds of 5 pull-ups followed by 10 air squats until I was all done with the pull-ups. Then I tried to finish off the rest of the squats and couldn’t make it even though I went all out for the last 30 seconds.

Gymnastics

Had a bit of time to rest at home and get some food before heading over to Gym Jesters. Scott and Brent from Gym Jesters started out by talking about the different positions of the back tuck flip and then started putting us through some progressions. First we started out by jumping into the air as well as sitting on the ground and rolling backwards. Next it was up to jumping up, tucking, and landing on our upper back on a high mat.

Some of us broke off to the trampoline, did some progressions, and worked up to doing a back flip while strapped in. After that I jumped into a foam pit from a hit bouncy thing, then into the foam pit just from the wall of the pit. Brent spotted me and I tried a few on just mats. At that point I was pretty good to work on my own. I came close a few times, but I have to work on jumping straight up, making sure to get a fast tuck, and then holding my tuck longer. My biggest problem was coming out of the tuck way too soon.

It was so much fun! I’ve wanted to do a back flip ever since I was a little kid. They just look so badass! Sounds like we might go back twice a month to try different things.

So much for 3 on 1 off. I saw this WOD and really wanted to do it because I need the work with weighted pull-ups and the push-up reps. Tomorrow is a better day to take off for me anyway because I have the 2nd round of a golf tournament in the morning.

The goal was to pick a heavier KB each round. I used 48#, 53#, 62#, 71#, and 80#. That’s the first time I’ve ever swung the 80 pounder; hadn’t even done Russian swings that heavy yet. It felt pretty good. The wall balls were a good way to loosen up after all of the squat work yesterday.

The Rx for men was 40# DBs and I grabbed them for about 10 seconds. After thinking about the WOD, I realized I would die so I swapped them for the 35 pounders and I’m so glad I did. In the first round I thought the 35# DBs were even going to be too heavy, but I stuck with it and did each round without putting down the weights. I really had to focus on the hip drive to get those suckers up overhead. The thrusters really wiped me out and negated my box jump advantage. I managed to get 6 rounds and 5 more thrusters.

I did the L-Sit on the rings to get that extra work on my upper body and I think it’s harder on the core as well. I was able to hold for about 25-30 seconds each time and surprisingly it was my arms that kept giving out. All of the Russian twists were done unbroken each round. I did 5 total rounds.

I’m glad I went in today because it allowed me to work on some weaknesses. I could tell I wasn’t all-in for today though; definitely not my best effort. Golfing the 2nd round of a tournament with the group of guys I play with in the morning, so it works out better for me to make tomorrow a rest day.
