Little Victories

When I rolled out of bed I was feeling beat up all over, but that went away after moving around. Maybe it was from the sprints last night.

Headed over to Kevin’s garage for some work.

Warm-up

5:00 on the Air Dyne (AD2)

Olympic Lifting

I worked of the blocks set to about mid-thigh. Was doing a series of 2-3 snatch deadlifts to get the feel of knees coming back under the bar and hips meeting the bar, with knees still bent. Then I took that into 3 snatches on the blocks.

Started light and moved up really well. 35# for multiple sets, 65# for multiple sets and then I think it was one set each of 85#, 95#, 115#, 125#, and 135#. I just started meeting the bar with 135# on Thursday and it felt better off the blocks. I like the progress!

Strength

I didn’t use the Reactive Slingshot at all today. Much harder without it, but I didn’t have too much of a problem with my right arm until the end and was still able to push through the reps. I was able to get 9 reps with 185# for an estimated max of 240#. Much more realistic than when I had used the slingshot.

I should really get over there more often to do these.

Then we headed over to Survival Fitness Bay City for open gym.

Gymnastics

Worked on muscle-ups. First I wanted to see if I could do a MU without needing to 3 swings in. Was able to get them on the first swing. Then my next goal was to finally string 2 MU together and I knocked that out too! I did three doubles over the course of the work I think, but never tried for 3 in a row. I probably did about 15 total muscle-ups and was trying to help Kevin get his first one kipping. He gets plenty high enough, but doesn’t attempt to get his head through. He’ll get it soon!

I had yet to do an Rx “Fran” which was a little embarrassing considering I’m coming up on 2 years of CrossFit. Shit, the last time I did any “Fran” was at the Level 1 Cert last year in September. I used 75# there and did it in 5:36. Did a 4:50 today without a problem. I now know that I don’t have to pace and rest as much as I did. I was worried I’d burn out on the thrusters or pull-ups by the round of 9.

Later at night I went out to the garage for some more training since I’ll be golfing tomorrow in the first round of our end of the year tournament.

Felt pretty solid here and the weight allowed me to focus on good technique. Was getting some decent triple extension and started concentrating on knees out. I’ve had a bad problem of my knees caving in with both snatches and cleans on the knee rebend. Everything felt a lot smoother when I was able to eliminate that. Receiving the bar for the squat snatches felt pretty darn good.

Double Duty Weekend

I walked 18 holes of golf last night and afterwards my legs and low back were shot. Exhausted! Went in for the 9am class. I felt like I made good progress with my snatch yesterday so might as well keep it going with the clean & jerk today.

One of the easier ones to be honest. I’m sure my legs will feel it later, but the entire thing only took 12:01, with 3 minutes of that being rest time. My rounds were 2:13, 2:12, 2:14, and 2:18. I screwed up counting the over the bar burpees a couple of times so the overall time is messed up a little. Not sure what happened in that last round because I thought it was my fastest run of the bunch. I guess the deadlifts and burpees must have been a lot slower. Other than that, very consistent though.

Finisher

  • 150 AbMat Sit-ups

I decided to do the first 100 as fast as possible to try to break my PR and I smashed it, with a time of 3:02, beating my previous best of 3:34. Took a minute rest and then busted out the last 50 unbroken in 1:41, which was a lot more of a struggle.

Headed home for some food and then back to Full Strength for OLY at noon. Warmed up with a 500m row, PVC pass-thrus and around-the-worlds. Then we also did some progressions with the PVC pipe to loosen up and get some feel.

Snatch Work

We did the following, working up in weight by doing doubles or singles.

  • Snatch Deadlift to the knee
  • Snatch Deadlift to the knee, pause, Snatch

Did some doubles at 45#, 75#, and 95#. Went up to 115# and 125# for singles. Since I had just worked up to heavy singles yesterday morning, I didn’t want to do that again, especially working from the knee. I tried to concentrate on technique, which is slowly getting better.

Snatch Balance

These felt solid today. Started off with doubles at 125# and then 145#. Didn’t feel comfortable dropping the weight back on my back after that so I switched to singles and dropped the weight to the floor after my rep. I went 155#, 165#, and 175#. That’s 20# heavier than I’ve done before and even 10# heavier than I’ve ever done for an OHS. Makes me feel good that if I can get the bar up there on a snatch, I can finish it off. I had the first attempt at 175#, but lost a little stability in the bottom and the weight came forward so I bailed. Nailed it without much trouble for a couple of singles after that and called it a day.

What’s a Rest Day?

Feeling ok today, but after 4 solid days in a row it’s a good idea to take a break from any high intensity. Went in at 6pm for Olympic lifting class.

5×2 Snatch Balance

Worked up in weight, but these didn’t feel very good. My shoulders were not feeling stable at all.

10×1 Snatch

Worked up, down, and back up in weight. Felt better than the snatch balance, but not all that great. I’m not sure what was going on, but I couldn’t even convince myself to drop under 145# today.

5×2 Snatch High Pull

These felt the best out of everything. I think I worked up to 185#.

Came home and while waiting for Kevin to come over, I jumped on the rower at a nice easy pace. In 21 minutes I went over 4,300 meters, which is about a 2:25/500m pace. Call it a recovery row I guess.

Instead of doing a typical 5 sets of X number of reps, I wanted to try something different today. So I strapped on the weight vest, which adds 20# to my frame, and did 5 sets of max reps for each pull-ups and ring dips. My weighted pull-ups kind of sucked and I only got 5-5-4-4-4. Although I usually start around 10# and work up, so maybe not all that bad. For the weighted ring dips I got 10-9-8-7-7.

First time using the new pull-up bar and it felt solid. After doing dips on the rings with weight, I think I’m going to have to do my ring suspension system over again because they are too far apart. I guess that will be a project for next year when I come back from Arizona.

More Box Jump Stupidity

My abs are sore from the massive number of back squats yesterday and probably the finisher as well. My legs aren’t really sore at all though. A bit fatigued.

Went to the 6pm Olympic lifting class and worked on snatches.

Worked on these one round at a time without putting the bar down. Took a rest after each time through and added some weight. I started with the bar for a few rounds, then went 75#, 95#, 105#, and 115#. I missed the snatch balance on my first attempt at 105# so I did that one again. I’ve never done a hang snatch before. It’s a lot tougher than starting from the floor.

I started with 125# for a couple of sets, then went 145# for a couple of sets, and finally some at 165#. Not sure how many sets I did at each but it was probably 2 or 3.

After class I headed over to Kevin’s for some garage work.

5×5 Weighted Chin-ups

We almost always do pull-ups weighted at the gym so we figured we’d switch it up a little. I used 10# for the first 2 sets and then 15# for the last 3 sets.

5×3 Weighted Dips

I went 10#, 15#, 20#, 25#, and 35#. Had a few more pounds left in the gas tank too.

Then, the geniuses that we are, we decided to do some high box jumps. After each doing 1-2 jumps at 34″ and 40″, we decided on the 44″. This was a bad idea after so many back squats yesterday. I landed my first jump, but the second one was bad news. My right foot got up, by my left nailed the box and it tumbled off to the right. Scraped up my leg in two places and got a nice bruise that instantly swelled up. Ouch! At least I didn’t get scraped up a ton with this spill.

Finally, did some ab work.

Olympic Lifting Class

Went in at 6pm for the OLY class. We worked on snatches by doing progressions with the empty bar. Then we loaded up to a moderate weight and did:

  • 3 Snatch Grip Deadlifts

I started with 95# for the first three rounds and then 105# for the next two rounds. After that we worked on full squat snatch singles. I loaded 115# and tried to work on my technique. Then to finish the class we worked up to a heavy snatch grip deadlift triple. Wow is that a bitch on your thumbs! I did 3 sets, 2 @ 205# and 1 at 235# (I think). I don’t remember all of the weights exactly for any of the lifts.

Was already pretty warmed up from the OLY work.

Strength

5 Sets of Kroc Rows – 10 each arm for 4 sets and then max reps in the 5th set.

Used KBs for each round and went 53#, 62#, 71#, 80#, and 88#. I got 17 reps with my right arm and 22 with my left if I remember right.

WOD

No extra rest in between each 10 minute block; the minutes keep going.

A Rich Froning style workout and I loved it. The EMOTM stuff really allows you to go all out balls to the wall when it’s work time and the rest period is just short enough to recover.

The weight was almost perfect for me. Maybe could have gone 5 or 10# heavier because I flew through the 7 reps in those first 10 minutes, getting them done in about 12 or 13 seconds each time. After 2 rounds of burpees, I figured out why I’ve been so slow lately. I’ve been standing all the way up before jumping. It was taking me 30-31 seconds to get my 10 reps done, which is extremely slow compared to how I’ve done them before when doing 10 at a time. Well, I switched back to jumping as soon as my feet snap up to my hands and shaved 6 seconds of my 10 rep split, right back into my 24 second wheel house. Did all of the T2B unbroken and concentrated on a short kip at the bottom to cycle them faster.

I’m Exhausted

I should have taken a day off somewhere during the week. I just got home from Survival Fitness where I attended the 4:15p class and stayed another hour for open gym. I’m exhausted and could really tell towards the end of the 2 hours. Finally I forced myself to leave. At least I’m out-of-town for the weekend so I can’t get in any WODs. I think all of the squatting we did this week really took a toll on my body too. I’ve never gone 6 days in a row before and now I know why.

Warm-up

Every minute on the minute, do 5 box jumps (24″), except to start the first minute.

We didn’t do many box jumps this week, so I was glad to see them here, even if it didn’t end up being very many. I think I finished in the 6th(?) minute, but don’t remember for sure.

As we were waiting for everyone to finish, I jumped on the bar and got my first muscle-up! Did it again to make sure it wasn’t a fluke. Next up, the rings. I actually just got a set of the wood rings from Rogue Fitness to use while I’m vacationing for 10 days and then I can hang them in my garage when I get back.

I finished in 17:28, so I did 68 burpees. Front squats with a PVC pipe were kind of weird because there was no weight there to keep the wrists in place and help the elbows get up. Oh yeah, 150 more squats for the week! I wanted to get in some heavy front or back squats at open gym, but not with how much squatting we had already done for the week.

My sprints were all 21-22 seconds, which is pretty good considering the corners are pretty scary running in the parking lot. I felt really good doing the sprints.

Open Gym

I did some deadlifting to start. The plan was to do a 5×5 after the light warm-up set.

I’m not sure what I was thinking when I increased the weight so much there. I had to set the bar down after the 3rd rep at 305# before knocking out the last two. Then at 325# I had to shut it down after one. I was starting to feel it in my back and got light-headed after I walked away from the bar. At least I got in some heavy deadlifting, but I should have been smarter about it.

Then Casey A. was doing some snatch balances, so I jumped in with him. We did some with the 45# bar and some with 65#. After that we did some squat snatches with 65# and 85#. I think I was doing 3-5 reps for a couple sets at each weight for both the snatch balance and the squat snatch.
