4 Hundy? So What!

Feeling pretty damn good today considering it’s day 2 after the Spartan Race and the heavy squatting we did yesterday. Went in for the 5:15pm again so my legs could rest.

Warm-up

  • 10 Flamingos (each side)

Scorpions were a new move for me. You lay on your stomach with arms straight out to the sides like you are forming a T. Take your leg behind you and over the other leg to tap the ground on the other side with your toes. Nice stretch.

Strength

More supersetting today! My first time doing GHRs too. I was excited when I saw deadlifts were on the menu. I hit 375# for 5 reps a couple of weeks ago, so I wanted to demolish that today. Set out with a plan and nailed it. I warmed up with 5 reps at 135# and then for my working sets went 225#, 275#, 315#, 365#, and 405#, hitting each one for 5 reps. Didn’t have too much trouble with the 405# either. At the end of December I hit that weight for 2 reps and then lost my grip. No issues today. Sets me up for a big PR next time we go for a 1RM since my old one is only 415#. I did 5 reps of GHRs each set on the GHD.

There were a lot of people in class so we had to stagger and spread out all of the equipment, which slowed us down some. I started with box jumps and got exactly 3 rounds during each 3 minute round, pretty much sticking just under 1 minute per round. I had 5-10 seconds left on the clock at the end of each 3 minutes, but the KB was too far away from the box to make a run for it just to get one rep. I did all of the C2B pull-ups unbroken and this was the first time doing a bunch of American swings with the 70# KB. 15 total rounds in one hell of a good WOD.

Double Trouble

I was itching for a WOD all day yesterday since I’d taken Wednesday off and won’t be doing a WOD tomorrow since we are doing a 4.7 mile Spartan Race. The hike helped, but it’s not the same as being in the box. In at 8am this morning for the competitors WOD and stayed for the regular class as well.

Strength

Find 1 RM Thruster with 1 attempt EMOM. No rack, so must do a power clean and a thruster or a squat clean thruster. Keep increasing weight each minute until failure.

I started at 115# and added 10# every minute. Got 195# and then failed at 205# because I was too slow coming out of the squat clean and couldn’t get any momentum on the bar. That’s a 30# PR for my thruster when I last did it back in April. Having to go every minute is pretty tough once the weight gets heavy. I did power cleans up through 175# and then switched to squat cleans. So that ended up being 10 attempts in total.

Competitors WOD

This was WOD #6 of the 2011 Regionals.

I used 40# DBs for the ground-to-overhead and I’m glad I did. I still had to split them up into sets of 5 (pretty much doing a clean and jerk) and it took the most time by far. I should have worn some wrist sweat bands because I could barely hold the bar for the T2B making those take a lot longer than they should have since I had to do 2 or 3 at a time most of the way. Everything else was kind of easy. Took me 15:52 to finish.

Stuck around and let my heart rate come down while the 9am class did a warm-up.

Regular WOD

Brian was the only other person in at 8am and stuck around too, so we paired up for this WOD. We finished 14 rounds of the AMRAP doing everything Rx. I picked up a nice little tip from the CrossFit Journal to make the HSPU easier and didn’t really have any issues until my last 5 when they started to get a little tough. My arms were shaky after the first WOD today so I’m thrilled I was able to hold on that long. The goblet squats were by far the roughest part of the circuit, but I pushed myself to always do 15 unbroken because squat stamina is one of my weaknesses.

Great 2 hours of work! Think I’ll try to get out for some golf this afternoon.

Cardio Times Three

I used the rumble roller a few times yesterday and I think it really helped with my recovery. My ass and low back are still spicy from Monday, but not as bad as they were last night. Shoulders, triceps, and lats are kind of sore from yesterday. Went in for the 9am and was the only one to show up.

A day of 3 WODs, with each WOD having a 10:00 time cap. If you finish early, you get to rest for the remainder of the 10 minutes. No breaks or extra time between each WOD, so it’s a 30 minute running clock overall.

A couple of weeks ago we did a similar format, which was a lot of fun. When I saw this posted I was definitely looking forward to it after hitting the lower body hard on Monday and the upper body hard on Tuesday. In need of a light day!

Not very fun. Runs got progressively slower and the KBS sucked, but I did them all unbroken. Emily says my technique could use a lot of improvement to help me expend less energy. I was just trying to survive during the last 2 rounds. Finished around 6:40.

WOD #3

  • 25 Sit-ups
  • 25 Push-ups (chest to deck)

I knew this would be the worst one due to the push-ups. All of the sit-ups were unbroken and I tried not to get to the point of failure on my push-ups, but 100 is a lot no matter what you do. I had to split them up a lot after the first 25. Finished in 8:13.

The Seven

Feeling better today. Went in for the 9am class instead of the 8am Competitors WOD because the Hero WOD sounded like fun and I could get another hour of sleep.

When it’s a Hero WOD you know you’re in for a suck fest. The first round wasn’t bad, but after that it was brutal. This WOD actually starts off with the HSPU and then thrusters but because of a big class size we paired up to share bars, so I started with the K2E. Rx for thrusters was 135#, so I scaled it down to 115#. I did all of my K2E, deadlifts, burpees, and KBS unbroken. Pull-ups were usually 4-3, but I think I got all 7 in round 1. HSPU were unbroken except for my 6th round where I went 5-2. Thrusters unbroken until round 6 where I wont 4-3. We had to stop at 33:53 because the next class was starting. At that point I had completed 6 full rounds and 3 of the pull-ups, so I only had 18 more reps to finish. Great WOD, but brutal. I think I did the first round in 3:11, but slowed down a ton after that.

Hike

Went out to Piestewa Peak and did the Summit Trail wearing the 20# weight vest. Going up while wearing that thing is horrible. The last 10-15 minutes with the vest is absolutely brutal, but I kept chugging along without stopping. Overall went 2.05 miles in 58:59 with 1,024 feet of climb.

More Shoulders

When I saw the WOD for today I planned to skip out. More shoulder work and I’ve already had a lot the last few days. But, my upper body strength is my weakest so I could use the work. Went in for 9am.

On the first set of shoulder to OH the RX weight was 135#, which is heavy! Using 115# was heavy enough as it was for me. I went Rx the rest of the way though. Started off with 10 pull-ups, and then went 5s the rest of the way in round 1. Rounds 2 and 3 were pretty much 3 at-a-time the whole way, which short breaks to shake out the arms. For the presses I pretty much went push presses the entire way and I think I broke it down to 10-8-7-5, 15-10-5, and 18-12. Finished in 25:43.

Back in Phoenix

It was nice having a few days off while I drive out here to Phoenix. Yesterday I went for a hike and wore the 20# vest, which maybe wasn’t a great idea for my first hike of the year. I felt like I was going to keel over in the first 5 minutes, but only slowed down on the ascent to take drinks of water. Including the “hike” to and from the car, it ended up being 2.69 miles in 1:06:47, with over 1,000 feet of vertical climb. I also walked 18 holes of golf in the afternoon, so it was a great day!

This morning I got up and went in for the 9am class at CrossFit Full Strength. It was good to be back!

The Rx weights were body weight for the squats and 70# for the swings, but Emily said nobody in the earlier classes was anywhere near Rx. The weight for the back squats was pretty perfect because I had to start taking a rest after 5 or 6 reps in the later sets. Wouldn’t have wanted to go any heavier for the KBS either since I’m not used to American swings with us always doing Russian swings back in Saginaw. My GHD Sit-ups were slow! Finished in 21:19.

Heavy Thrusters

Spent all day cleaning and doing laundry, so went to the 5:30pm class.

1RM Zercher Squat

Started with 5 at 135# and 2 at 185#, then 1 rep at 215#, 235#, 255#, and 265#. I was starting to really feel it on my back, so I stopped there. Lots left in the tank though. Beat my front squat 1RM by 10#.

WOD

21-15-9

  • Thrusters (115#)
  • Hang Power Clean (115#)

The Rx weight for men was 135#, but that would have killed me. I was able to get a nice intensity with 115# and finished in 8:42 for a solid time. I split up the first round into 11 and 10 for each movement, then went 5-5-5 on thrusters and 9-6 for the cleans, and finally 4-3-2 to finish off thrusters and did the cleans unbroken. I really tried to focus on popping my hips in the thrusters to get that weight flying off my shoulders.

Finisher

The finisher was as tough as a lot of WODs! Not used to doing those American Kettlebell Swings since we always do the Russian variation. The American swings are a lot more taxing on the cardio side of things.

My low back is sore and tight. Went in at 10am.

Casey and I knocked out 14 + 25 with 95#. He started first, so he did 15 full rounds. We kept a pretty consistent pace throughout, but slowed down some in the last 10 minutes. Great WOD, but brutal. Glad it’s over.

My 33rd

The left side of my back is still swollen from landing on it in a basketball game on Sunday. Doesn’t exactly feel the greatest either. Today is my 33rd birthday and Matt decided to start a new tradition at Survival Fitness for birthdays instead of doing birthday WODs. You have to do your age in burpees at the beginning of class while everyone else watches. I knocked out my 33 in 1:10. Booyah! I even got the first 10 in 18 seconds which is a new best as far as I know. Got to skip the warm-up because I couldn’t breathe and was pretty warmed up. 🙂

I used 135#, 155#, 175#, 195#, and 225#. Last set didn’t feel the greatest with my back issue, but got it done.

EMOM do 5 Burpees (except the first minute, where you got to do reps of the WOD)

I was flying until I got to the goblet squats. Was a minute ahead of the best pace of the day after box jumps and was done in less than 9 minutes with enough time to get 3 goblet squats in. From there I just died. It was a struggle to finish and I got done in 17:56. It was taking me around 22 or 23 seconds to knock out the burpees towards the end, that’s how dead I was. We were allowed to take an entire minute off if we wanted and I probably should have to rest up and come back strong, but I really wanted to keep going. I didn’t feel very good (sicky) after this one was over.

Lot’s of stuff that did some work on the back, so it’ll be interesting to see how I feel tomorrow.

Running On Fumes

I was wide awake at 4:30am. After laying there for another 15 minutes, I crawled out of bed and put on the coffee. Was I really going to go to the 5:45am class? Yep!

I went with 10 reps at 135#, then 5 each at 225#, 275#, 315#, and 345#. Once I had 345# moving, the reps were smooth and pretty easy. Now that I look back in my book, I made a mistake and should hove gone heavier. I got 345# for 5 reps with a 3″ deficit a few weeks ago. Oh well, it saved me from having to use more weight in the WOD I guess.

Wasn’t bad at all. Easily completed all of the reps within the 30 second goal of each minute. My low back did start to get a little tight, but I was already feeling it some from the C&Js yesterday.

100 AbMat Sit-ups

Flew through these in 3:34, beating my time of 4:03 from October 2nd. Good way to finish off the workout.

To be honest, it was kind of fun working out with a different group of people and the early morning didn’t bother me once I was up and moving. Fun to be in a class taught by Cora too. I’ll probably need a nap at some point later today.
