Weighted Chins

Feeling good. I think I like this 3 days on 1 day off schedule I’m trying to stick to. Walked 18 holes of golf this morning and went to the 7pm class.

Warm-up

4 rounds

  • 15s Jumping Jacks
  • 15s Air Squats
  • 15s Mountain Climbers
  • 15s Jump Squats

Strength

Weighted Chin-ups with 90 seconds of rest between sets

  • 8 @ 8#
  • 8 @ 10#
  • 6 @ 12#
  • 5 @ 15#
  • 4 @ 15#

I’m not entirely sure about the rep counts for the 10# and 12#, but I think they are right. Man, when you hit that wall, there is no way you’re doing another rep.

WOD

15-14-13…3-2-1

  • Burpees
  • Russian KBS (53#)

This is all about pacing yourself so you can keep going without resting. I finished in 11:42. Should have went heavier but I’m still taking things easy for my low back. I didn’t miss out on any intensity that’s for sure. That was 120 reps of each movement.

Death by AbMat Sit-ups (by 2s)

Just like every other “death by” it doesn’t seem bad starting out, because it isn’t, but it sure does get tough. I managed to complete the round of 26 with about 2 seconds left in the minute and then got 25 out of 28 in the next minute. That’s a total of 207 sit-ups.

Turning the Tables

It was great to rest up yesterday. I did walk 18 holes of golf in the morning. Back to it for the 9am class this morning. My back is feeling better after a few days of the standing desk and the massage on Tuesday. I have another massage and adjustment this afternoon.

Warm-up

4 rounds

  • 15s Jumping Jacks
  • 15s Air Squats
  • 15s Mountain Climbers
  • 15s Jump Squats

Midline

We partnered up to do 200 AbMat sit-ups. One person held a plank and the other knocked out reps. I was doing sets of 30 on my turns so got 120 sit-ups.

WOD

3 rounds

  • 1m Push Presses (30# DBs)
  • 1m Wall Balls (20# MB, 10′ target)
  • 1m Jingle Jangles
  • 1m Burpees
  • 1m SDLHP (53# KB)
  • 1m Rest

Push presses and SDLHP were I got most of my reps each round. My rounds were 122, 107, and 104 for a 333 total. Fight Gone Bad style WODs are always ass kickers because it’s like 3 rounds of 5 mini AMRAPs.

Prowler Suicides

After class, I stuck around to help out with a group of high school varsity soccer guys. We put them through the same workout. It was a lot of fun and nice to put someone else through the pain for a change. Makes me look forward to getting my CrossFit Level 1 Certification even more now.

Push (Press) It Real Good

I was planning to hit up the 8pm tonight, but decided to go to the 7pm in case I felt like staying after for a bit and doing some extra work, which we can do during the 8pm. Shoulders are sore from yesterday.

Warm-up

4 rounds

  • 15s Jumping Jacks
  • 15s Air Squats
  • 15s Mountain Climbers
  • 15s Squat Jumps

Strength

Find a 2 rep max for Push Press

Started off at 5 reps of the 45# bar. Then did 2 reps at each of 85#, 105#, 125#, 145#, 165#, and 175#. The last time I tried a max push press was at the end of March when I got 145#. That’s a 30# PR with 2 reps.

WOD

10:00

  • Odd minutes: 7 Power Cleans (100#)
  • Even minutes: 7 Front Squats (100#)

Take 1 minute off to add weight

10:00

  • Odd minutes: 5 Power Cleans (120#)
  • Even minutes: 5 Front Squats (120#)

Take 1 minute off to add weight

10:00

  • Odd minutes: 3 Power Cleans (140#)
  • Even minutes: 3 Front Squats (140#)

After a couple of reps into that first minute of power cleans I didn’t think I could keep going. My back was really feeling it. I realized I was pulling too much too early with my back, so I slowed down the deadlift portion of the clean and then exploded with the weight once I got above my knees. It really helped a lot and I didn’t feel a problem with my back until after the we were done.

We ended up doing 5 more power cleans with each weight that what you would see here because we didn’t have racks, so everything was off the floor. I really liked this one. It was over 30 minutes, but there was less than 30s of work during each minute. Just enough time to recover before starting on the reps of the next movement.

I’m heading off to San Francisco early tomorrow morning and won’t be back until late on Monday night. Hopefully I’ll find some time to workout at the hotel.

Be a Warrior

Got to sleep late last night, but feeling pretty good today, other than my lower back of course.

Warm-up

  • 400m Run
  • 30 Air Squats
  • 20 PVC Pass-thrus
  • 30 PVC OHS
  • 4 rounds
    • 15s Jumping Jacks
    • 15s Air Squats
    • 15s Mountain Climbers
    • 15s Jump Squats
  • 4 rounds
    • 15s Plank
    • 15s Supermans
    • 15s Side Plank L
    • 15s Side Plank R

Long warm-up, but just what my body needed.

WOD

Cool partner WODs today. I was paired up with Laura. You keep alternating each part of the workout, so while one person is running, the other is doing the movement for reps inside.

10:00 AMRAP

  • 150m Run
  • Over the Box Jumps (24″)

We got 198 reps total. Great WOD that keeps up the intensity the entire 10 minutes. There is no place to rest here until you’re done.

We rested for 5 minutes before moving on to the second part.

10:00 AMRAP

  • 150m MB Run
  • Alternating one-arm DB Snatches (40#)

We got 175 reps in this one. MB runs are never easy. Another 10 minutes where there is no place to rest because snatches are such a full body move.

Now I’m off to run the Warrior Dash at 4:30 this afternoon. It’s only 3.25 miles and from what I’ve heard there is a lot of waiting at the obstacles, so I don’t expect it to be too hard on the body. I’ll use it as a recovery from this morning’s WOD. Then tomorrow I’m heading out-of-town for the weekend to golf with my Dad and a couple of buddies. Looking forward to the rest days.

Hold that Finish

Other than my lower back I’m feeling good. Went to the 5:30pm class today and with all the rain we got last night it was really humid out.

Warm-up

5 rounds

  • 15s Jumping Jacks
  • 15s Air Squats
  • 15s Mountain Climbers
  • 15s Jump Squats

WOD

20-19-18…3-2-1

  • Burpees
  • Russian KBS (53#)

Wow, this one will kill you. I did all of my reps unbroken for both movements and only rested during transitions. I think we had 16 people in class so it was a scramble for KBs. I ended up with a 53#, which was just fine by me. It allowed me to keep a high intensity and maximize my power output. I finished in 25:51 with an ocean of sweat under me.

Finisher

5 rounds

  • 30s Bottom Squat Hold
  • 30s Handstand
  • 30s Plank

This looks rather easy, but it definitely was not, especially being so sweaty. When I went up for my 3rd handstand, the mat started to go flying and I nearly ended up on my head. My arms were even shaving in the 3rd round of plank. Great way to finish of the workout.

Feels Good to be Back in the Box

I was still kind of sore this morning, but I was able to go in for the 9am class and I felt great after warming up.

Warm-up

5 rounds

  • 1m Bottom Squat Hold
  • 1m Jumping Jacks

WOD

“Helen”
3 rounds

  • 400m Run
  • 21 KBS (53#)
  • 12 Pull-ups

I felt really good in this one. All of the KBS were done unbroken and I broke each round of pull-ups into 2 sets. Finished in 9:30.

Finisher

EMOM 10:00

  • 100m Sprint (50m down and back)
  • 3 Burpees

This may have been tougher than the WOD. Felt good after, but the sprints started feeling slower and slower until the last one where I dug deep.

It sure feels good to be back in the box, especially after only doing one WOD last week leading up to the competition. Maybe all of the rest was really needed though since I had been pushing my body so hard the couple of weeks before.

First Grace

Saturday night we had a great time at the 2nd annual Survival Fitness Picnic. I didn’t get home until 2am and slept in until 9:30. I spent the entire day watching the finals of the CrossFit Games. Amazing and inspiring! One of my favorite parts is seeing elite athletes cheer each other on, which never happens in any other sport.

After the Games ended, I decided to take a shot at rigging up my gymnastic rings in the garage. I made a quick trip to Home Depot for supplies and started working around 8pm. I quickly found out that both of the batteries for my drill were dead, which made things a lot harder because I had to keep switching batteries on the charger. I also had to make a run to buy some nutdriver attachments for the drill. A little before midnight, I finally had everything up. The project turned out to be much tougher than I expected, especially for one set of hands. I wish I had a taller ceiling in the garage, but these will be just fine for the limited use I’ll give them.

Yesterday was my second rest day in a row and a much-needed one. I did get an hour-long deep tissue massage, which really helped loosen up my back. I’m going to have to get massages more often. It’s supposed to hit 100 degrees today so I went in to the 9am class, which was already in the mid 80s. I was the only guy in a class of 9, which was kind of odd.

Warm-up

4 rounds

  • 15s Jumping Jacks
  • 15s Air Squats
  • 15s Mountain Climbers
  • 15s Jump Squats

Immediately followed by:

4 rounds

  • 15s Plank
  • 15s Superman
  • 15s L Side Plank
  • 15s R Side Plank

I was already sweating bullets at this point it’s so hot and humid.

WOD

“Grace”

  • 30 Clean and Jerks (125#)

This was my first time doing “Grace” and I’m pleased with the results. We had a 6 minute time cap so I was deciding between 115# and 125#, but glad I went heavier. My time was 5:10.

Finisher

10 Prowler Sprints (5 high, 5 low, loaded with 135#)

I’ve done these heavier, so this wasn’t too bad. Being able to go faster does some different work.

9 Days in a Row

I wasn’t as sore as I expected this morning, considering the volume of deadlifts and power cleans I did yesterday. We had a kettlebell seminar at Survival Fitness today so I figured it was a great idea to attend the 11am class so I could just stay for the seminar, which was scheduled to be an hour and a half long.

Warm-up

Tabata Mash-up (6 rounds)

  • Jumping Jacks
  • Steam Engines

WOD

  • 1 mile run
  • 10 rounds
    • 10 Ring Push-ups
    • 10 One-arm DB Snatches (45#)
  • 1 mile run

I ran the first mile in my best gym time 6:18. Last week I ran a 6:14, but the RunKeeper GPS was kind of funky there, so I’m not sure I should count that time. Total time for the WOD was 3:20 (no way this was correct). I would have used a 60# DB if I hadn’t done all that clean work last night and didn’t just do 100 one-arm snatches with 50# last week. I was really fatigued during this workout.

We had about 20 or 30 minutes before the kettlebell seminar started. In the seminar we did all kinds of stuff, including Russian swings, American swings, cleans, snatches, clean and press, clean and jerk, goblet squats, front squats, hand to hand swings, Turkish get-ups, 1/4 get-ups, windmills, and probably a ton of other stuff I’m forgetting. At the end, we did a WOD.

  • 100 Single KB Thrusters (50 each side)
  • 50 Hand-to-hand Russian Swings
  • 40 1/4 Get-ups (20 each side)

I used a 35# KB for everything and finished in 10:35. Absolutely gassed!

I’m definitely taking the next two days off, will WOD on Tuesday, and then either do a WOD or a run on Thursday. I’m surprised with how well my body has handled working out 9 days in a row, but I need to recover and make sure I’m ready to go for the competition on Saturday.

Got Home Early, Couldn’t Help It

Today, the family headed up to the Upper Peninsula for the day. That’s why I had done the run early in the morning. I really didn’t plan on getting in a WOD, but we got back to the cottage before 9, so I figured I might as well take advantage of the daylight.

Warm-up

  • 50 Jumping Jacks
  • 50 Butt Kicks
  • 50 High Knees
  • 50 Mountain Climbers

WOD

10:00 AMRAP

  • 12 Deadlifts
  • 9 Hang Cleans
  • 6 Push Presses

I used a set of 50# DBs, which was much tougher than I expected. The hang cleans were brutal and the only part I couldn’t do unbroken. I finished 3 rounds plus 12 deadlifts and 9 cleans in the 10 minutes, but then did the extra 6 push presses as well.

Finisher

30 Weighted Step-ups (24″ and 50# DBs)

I didn’t do this for time because once in a while it’s nice not be thinking about the clock. Going this heavy and that high is much more about the strength element anyway. I alternated legs each rep and broke it down into 5 sets of 6 reps. I originally was going to go for 50 reps not knowing how hard it would be. I could really feel my back compensating in the last two sets so I pulled the plug at 30 reps before I hurt something. I had done Russian Step-ups quite some time ago, but believe I used 30# or 35# DBs. There was no way I was trying to add in the Russian element today with the 50s.

Wiped Out by Floor Wipers

I’m absolutely wrecked from the last week of WODs and today was my 5th day in a row. I don’t like going to 9am when I went to 8pm because that’s a short recovery, but with heat indices approaching 105 today and a heat advisory until midnight, I knew I wouldn’t go in tonight if I wanted. Working out in the morning also gives me extra rest to hit up the 4:15 and then open gym tomorrow before I head out-of-town for the weekend.

Warm-up

  • 100 Jumping Jacks
  • 100 Butt Kicks
  • 5 rounds
    • 1m Plank
    • 1m Bottom Squat Hold

I made it through each of the 5 plank minutes without breaking down by concentrating on a tight core and ass as well as consistent deep breathing. In the bottom squat holds I’m really fighting for better position of the back and keeping my chest up. These holds were really needed after the last few days of squat movements.

WOD

  • 21-15-9 Floor Wipers (45# DBs)
  • 12-9-6 Man Makers (45# DBs)
  • 400m Run

This was the first time doing floor wipers and I really liked them. Great core work due to the combination of holding up the weights and moving the legs as one unit without having them touch the ground. I broke the rounds down to 12+9, 9+6, and 9. Man Makers are absolutely brutal but I felt better here than I did when we did 50 of them for time. Having some wrist sweat bands really helps to keep my hands from getting soaked with sweat. I really tried to push it on the last 400m and finished in 23:31.

Time to chill in the AC for the rest of the day while I work.
