Closer & Closer Grip

I definitely need to do heavier wall balls more often. I’m feeling those all over today!

Out in the garage around noon for a needed mental break from work. Warmed up with 5:00 on the Air Dyne for 1.57 miles and then overhead squats with grip width slowly moving out:

  • 10×45#
  • 5×75#
  • 5×95#
  • 5×115#
  • 5×135#

20:00 EMOM (alt)

  • 5 Strict C2B Ring Pull-ups
  • 10 Weighted GHD Sit-ups (20#)
  • 5 OHS (155#)
  • 5 Russian Dips (helped with feet)

Worked up quite a sweat in the cold garage. My middle fingers were on the last knurl ring of the bar so still a pretty close grip.

Headed to Saginaw’s only CrossFit affiliate in the evening.

Rowing WOD Week 15 Session 2

  • 4 Rounds
    • 200 Calorie row
    • 3:00 Rest
  • 5:00 Rest
  • 5 Rounds for time
    • 5 Burpees over the rower
    • 2 Calorie row

Shot for 20s/m and 950+ cal/hr on the first round, increasing 1 s/m and 10-15 cal/hr each round.

  • Round 1: 20 s/m, 12:24, 3,079m, 967 cal/hr
  • Round 2: 21 s/m, 12:11, 3,049m, 981 cal/hr
  • Round 3: 22 s/m, 12:05, 3,037m, 991 cal/hr
  • Round 4: 23 s/m, 11:55, 3,018m, 1005 cal/hr

Felt pretty good. The 5 rounder was to practice transitioning in and out of the rower, while strapping feet in each time. Took me 2:10. I didn’t count any calories I got on the first 2 pull since they came with almost no effort being stored up from the previous round.

Running Singles

Up at 6am again. WTF! Went to the 9am class.

Midline & Shoulder Warm-up

6 Rounds

  • 20s L-hang (bar)
  • 10s Rest

Done with bent knees held up, of course.

Strength

10:00 EMOM (alt)

  • 8 Push Press (115#)
  • 20s Handstand Hold

Not as hard as I was expecting. I tried to take my feet off the wall some during the holds. 135# would have been a better challenge.

Conditioning

15:00 AMRAP

  • 50 Jump Rope
  • 30 Russian KB Swings (53#)
  • 20 Shoulder Taps
  • 10 Pistols

I did my jump ropes like running with one foot per jump. Much easier to keep a rhythm going than I’ve been able to do with single unders on both feet recently. Shoulder taps got tough, but never came off the wall. Would like pistols to be a lot faster. Finished 5 rounds plus 50-30-20-4.

1:30 AMRAP

  • Row for calories

Really didn’t feel like doing this. Got 47 cals. I think it would have been a 500m in the low 1:30s if I remember right. Really started losing power at about 30 cals.

Stayed after everyone left for a little extra work.

Accessory

E90S 15:00 (alt)

  • 10 Deficit RDL (155#, 4″)
  • 10 Weighted GHD Sit-ups (20#)

I had planned single leg RDLs, but saw the little platform sitting out and got this new idea. Glad I did because it worked great. Ended up giving me about a minute of rest between movements.

Long Tempo Reps

Got to the gym at 9:30 to get in my tempo overhead squats for the week. Didn’t really warm-up other than a little bottom squat hold since I had to rush to get done before class started.

Overhead Squats: 5-10-X-5 Tempo

Did singles today due to how much time each rep would take.

  • 45#
  • 75#
  • 95#
  • 115#
  • 135#
  • 155#
  • 175#
  • 185#

Got it, but those last few weights were a constant fight in the hole. I didn’t know if I was going to be able to stand up the last one. Started out with close grip and progressed wider again. The first sets seem to be getting easier and easier each week and I’m still not ending up in a full-width snatch grip by the end, which seems promising.

Warm-up

  • Banded pass-thrus
  • Bottom Squat Hold
  • Butt Kicks
  • 600m Run

Partner Chipper

30:00 AMRAP

  • 60 Wall Balls (20#, 10′)
  • 50 American KBS (53#)
  • 40 Ball Slams (25#)
  • 30 Burpees
  • 20 Push-ups

Paired up with Weston. We did the first round of wall balls in 15s but 10s after that. Swings were 13-12 each in every round, a set of 20 ball slams each, alternating 5 burpees each, and a quick 10 push-ups. Finished 4 rounds plus 21 wall balls.

Lots of shoulders in that one. I figured the ball slams would be the easiest part, but they got hard in the 3rd and 4th round.

Sprints

3 Sets

  • ~75m
  • Walk back as rest

Got faster each one as I recovered more from the workout.

I rested for over an hour when I get home, but wanted to knock out some stuff I need to keep doing, so in the garage by 1pm for some quick work.

Accessory

5 Sets

  • 6/6 Single Leg RDL (145#)
  • 10 Incline DB Bench Press (45°, 40# DBs)
  • 8 Weighted GHD Sit-ups (40# vest)

Took my time and spent almost a half hour. Should have opened the doors in there because I worked up a hell of a sweat. My right leg seems less stable on the RDLs but it could be that I always seem to do the left leg reps first.

Now I’m done for the day. Time to enjoy this weather!

Fat Curls

Legs are a little weak and traps are sore for sure. Headed to the garage around 5pm.

Warm-up

5:00 Ski Erg – 1,004 meters

Overhead Squats: 5-5-X-1 Tempo

  • 2×45#
  • 2×75#
  • 2×95#
  • 2×115#
  • 2×135#
  • 2×145#
  • 2×155#
  • 2×165#

Decided to switch up the reps and tempo this week since it was pretty rough with 155# for a triple at 33X3 last week. Started in with the grip again. Very rough with 45 and 75 in close near jerk grip. Can’t get the bar back in that position. Gets so much easier by the 4th set. Not fully out to the collars again with the last set. Didn’t kill my wrists either.

Accessory

5 Sets

  • 12 Fat Gripz Barbell Curls (45-45-45-45-55#)
  • 15 Weighted GHD Sit-ups (15# Slam Ball)

I don’t think I’ve use these blue babies since I bought them. Might as well try to give these curls a boost since I feel so weak with them. My upper abs were sore for days after the weighted GHDs last weeks so keep up with them but switched up the stimulus a bit with more reps at a lighter weight.

fat-gripz-curls.jpg

Done in less than an hour and didn’t rush through anything.

You Got It, Chief

Still feeling some soreness from the pull-ups, but shoulders seem fine after all that pressing volume last night. Maybe the DOMS hasn’t kicked in yet. I hit the quad with the TENS unit before going to the 9am class. It was a packed house this morning.

Warm-up

  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • Jumping Jacks
  • 10 Air Squats
  • 10 Lunges
  • 10 Air Squats

Strength

Back Squats

  • 10×45#
  • 6×135#
  • 6×165#
  • 6×195#
  • 6×215#
  • 6×235#
  • 6×255#

Got to relax at home this morning since it’s squat day in class. Used a belt for the last set. Felt solid.

Conditioning

“The Chief”
5 Cycles

  • 3:00 AMRAP
    • 3 Power Cleans (135#)
    • 6 Push-ups
    • 9 Air Squats
  • 1:00 Rest

* Restart the AMRAP for each cycle

I did 5+1, 4+16, 4+16, 4+9, and 4+9 (23+15 total). Did the majority of the cleans going straight back to the floor instead of coming back to the thighs. My air squats are soooo slow. Need to bump up the volume on them so I can handle quicker reps and be ready to crush “Murph” this year.

The only other time I’ve done this was in November of 2012 and I’m pretty sure we didn’t restart every cycle. I managed 21+12 total then with 115#.

Midline

4:00 Plank (hands)

Class was doing Tabata, so I went for a hold the entire time. Had big puddles of sweat under my hands when it was over. Didn’t think I’d make it through today, especially at the halfway point.

Accessory

4 Sets

  • 15 Reverse Hyper (210-260-300-320#)
  • 10 Weighted GHD Sit-ups (20-20-25-25#)

Got this done after class and took my time. Did Crossover Symmetry Iron Scap before heading home.

More Than I Bargained For

Needed that rest day yesterday, but it’s so hard not to do anything. Got a massage in the afternoon. In early this morning before the 10am class to get in some extra work.

Warm-up

  • 2k Row – 7:55.5

Gymnasty

E30S until fail

  • 2 MU

Made it through 14+1 and failed on muscle-up #30. I wanted that last one so bad. Smoked the total number of reps from doing 1 every 15 seconds. One big chunk of rest makes a big difference.

Accessory

5 Rounds

  • 5 Seated Good Mornings (165#)
  • 10 Weighted GHD Sit-ups (20# MB)

Yuck. Took 7:11.

Had a little rest time before class got going.

Row

3 Rounds

  • 3:00 slow (~2:25-2:30/500m)
  • 1:00 @ 90% (~1:45/500m)

Then another 2:00 slow to cool down, so 14:00 total. Went 3,115 meters.

Conditioning

Partner WOD

  • Buy-in: 50 Burpees
  • 4 Rounds
    • 12 C&J
    • 40 Wall Balls
  • Cash-out: 50 Burpees

Paired up with Dan. We alternated 5 burpees each, 3 C&J each, and 10 wall balls each through all of our sets. I used 155# for the C&J for a challenge, doing quick singles in the first 3 rounds, then I did 3 TnG and 2-1 in the 4th round. We finished in 15:44.

Midline

3 Rounds NFT

  • Partner MB Pass Complex
    • 8 Chest MB Passes
    • 8 OH MB Passes
    • 8/8 Side MB Passes
    • 8 Up MB Passes
  • 8 Back Extensions

I used a 20# medicine ball for the complex. We did 2 times through the complex, then switched over to the back extensions, where I used a 45# bar for my second and third set. Then we went back for our final round of the passes.

Patient Deadlifts

Definitely feeling a little beat from all of those ball slams. In for the 9am class.

Warm-up

  • 3 Rounds
    • 300m Row
    • 10 Reverse Hypers (210#)
  • 20 Speed Toe Touches
  • 20 Jumping Jacks
  • 20 Air Squats
  • Arm stretching

Strength

Deadlift

  • 5×135#
  • 5×225#
  • 5×275#
  • 5×315#
  • 5×345#
  • 5×365#
  • 5×395#
  • 5×425#

Actually remembered to go shoeless. Felt solid. It’s been about a month since I’ve deadlifted heavy. I’ve been patient with my back after several tweaks and it’s paying off. My estimated max is almost back up to my previous 1RM and this was only 10# shy of matching my best 5RM, which was done shortly after I pulled the 515#.

Screen Shot 2015-01-22 at 11.06.32 AM

Conditioning

8 Rounds (Tabata)

  • 20s Burpees
  • 10s Rest

Cruised through these by only doing 6 per round.

10:00 EMOM

  • Odds: 10 Thrusters (95#)
  • Evens: 8-10 C2B Pull-ups

In my first set of chest to bar pull-ups, my hands were sweaty and I couldn’t hang on the bar. So I struggled through 8 reps in like 3 sets! Chalked up for the rest of the rounds and my rhythm felt better than ever. I did the last 4 sets unbroken with 3 of them being 8s and then 10 in the final set. Wish I hadn’t messed up that first set and had done 10 for every round.

Definitely jumped back on the Reverse Hyper for 3 more sets of 10×210# after those heavy deads.

Garage time at night!

Air Dyne (AD2)

  • 15:00 @ 80% of 10:00 max pace (65 rpm)

Should have averaged over that rpm goal. Totaled 7.94 kilometers.

OLY

Muscle Snatch

  • 5×45#
  • 5×75#
  • 5×95#

8:00 EMOM

  • 5 Power Snatches (115#)

The original plan was 7 rounds, but after the muscle snatches I was feeling a little fatigued so I only set the clock for 5 rounds. I was feeling good towards the end so I went for 8. All sets were touch-n-go.

Explosive

5 Rounds

  • 10 GHD Sit-ups (20# vest)
  • 5 Box Jumps (24″, 20# vest)

I was not planning to do this for time, but said why not and went for it. The sit-ups got nasty at the end of the 3rd round. Took me 4:32.

Bench Day

Went to the 9am again. Lats are still sore and I bet the muscle-up pulldowns have something to do with that.

Strength

Bench Press

  • 10×45#
  • 5×115#
  • 5×165#
  • 5×195#
  • 5×210#
  • 5×220#
  • 3x8x195#

We worked up to a heavy set of 5 and then did some drop sets. Was supposed to be around 85% as a guide, but I went heavier since I didn’t hit what I wanted to in the final set. Perfect weight because I might have missed if I had gone much heavier.

Accessory

4 Sets

  • 5 Pendlay Rows (165#)

Didn’t go crazy with these today. Focused on speed and quality reps.

Conditioning

8:00 AMRAP

  • 5 OHS (95#)
  • 10 Over the Bar Burpees

First round was done in 45-50 seconds and then everything got progressively slower. Finished 6 rounds plus the overhead squats and 8 of the burpees. I was not expecting my legs to feel like jello, but must be from the squats last night. They started burning pretty good about halfway through the workout.

Night garage session again. I’m really enjoying these.

Warm-up

Did 1,500m on the Ski Erg in 6:57.5.

Weightlifting

Muscle Snatch

  • 5×45#
  • 5×75#
  • 5×95#

E90S for 12 Sets

  • 5 Power Snatch (115#)

Originally planned for 6-8 sets, but was feeling it. All touch-n-go reps on every set.

Midline

4 Sets

  • 10 Weighted GHD Sit-ups (20#)

Could feel my low back working on these too.

Working the Back Leg of the Jerk

Feeling a bit from all of the push-ups yesterday, but rested and ready to go.

Warm-up

  • 3 Rounds NFT
    • 10 Reverse Hypers (210#)
    • 250m Row
  • Jerk footwork
  • 10×45# Shoulder Press

Weightlifting

Split Jerks

  • 5×45#
  • 5×95#
  • 2x3x115#
  • 3x3x135#
  • 2x3x155#
  • 2x3x175#

Working on my back leg. Starting to get a feel for it. Kept it light.

  • High Hang Clean
  • Hang Clean
  • 2 Front Squats
  • Jerk

Fun little complex. Did 135-145-155-165-175-185-195-205#. The jerk felt really good!

Conditioning

2 Rounds

  • 1:00 MU
  • 1:00 Rest
  • 1:00 Burpees
  • 1:00 Rest
  • 1:00 Row
  • 1:00 Rest
  • 1:00 DU
  • 1:00 Rest

I got 8 and 6 muscle-ups, 22 and 20 burpees, 23 calories rowing both times, and 77-93 double unders.

Accessory

3 Rounds NFT

  • 10 Reverse Hypers (260#)
  • 10 Weighted GHD Sit-ups (20#)

Year 4 Begins

Solid sleep again! I could get used to this. In for the 9am class.

3 years ago I did my first CrossFit workout and almost didn’t make it out the door. I was hooked and I love it just as much as I ever have, maybe more. CrossFit has changed my life in many great ways and I can’t see myself doing anything else.

Power Cleans

  • 5×95#
  • 3×135#
  • 2×155#
  • 2×175#
  • 2×195#
  • 2×215#
  • 1×225#
  • 1×235#
  • 1×245#
  • 1×255#
  • 1×265# (PR & matches my best clean)

I didn’t have any second thoughts about 245# or 255#, but add that extra 10# and it starts to get in my head. I was confident I’d hit it without much trouble, but still it was still scary. Fitting for Halloween I guess.

4 Rounds NFT

  • 8 GHD Sit-ups (14# MB)
  • 10 Reverse Hyper (210#)

20:00 AMRAP

  • 5 Power Cleans (185#)
  • 7 Push-ups
  • 9 Air Squats

Decided to go heavy as a way to pace this out. If I had used something like 95# it would have been all gas on the cleans. I did the first round pretty fast and then settled into a relaxed pace until there was about 3 minutes left on the clock when I picked up the pace. Did the air squats pretty slow, with a focus on pushing my ass back first. Finished 12 rounds and 2 more cleans for a total of 62 power cleans!
