Sluggish Sunday

I hit up Survival Fitness at 5pm for 2 hours of open gym. Needed to get back at it.

Warm-up

3:00 Air Dyne

OLY

Snatch Work

  • 45# Position Drills
  • 2 x 3 @ 95# Power Snatch
  • 3 @ 115# Power Snatch
  • 3 x 3 @ 115# 3-Position Halting Snatch Deadlift
  • 2 x 3 @ 135# 3-Position Halting Snatch Deadlift
  • 3 x 3 @ 75# High Hang Power Snatch w/ no dip
  • 2 x 3 @ 85# High Hang Power Snatch w/ no dip

I was getting light-headed from the 95# power snatch triples, so decided right there not to push things and try to go heavy. Probably a good idea anyway after being away from the lifts for a week. Felt pretty good hitting the power position on the halting deadlifts.

Split Jerks

  • 2 @ 160#
  • 2 @ 185#
  • 2 x 1 @ 200#
  • 1 @ 210#
  • 1 @ 225#
  • 1 @ 255# (PR)
  • F @ 260#

I didn’t have plans to jerk, but Alex was doing them, so I jumped in with him. I haven’t tried to go heavy in a really long time. After 225# felt good I decided to go for a PR. Had a little press out on the left arm. Didn’t drop under 260# enough and my arms were bent so didn’t have it locked out.

Misc

3 Sets NFT

  • 5/5 KB OHS (53# KB)

Really need to hammer the mobility to make these easier and I think it’ll help my snatches a lot.

3 Rounds NFT (Back to back, but rest some between rounds)

  • 15 Pull-ups
  • 15 Wall Balls (10′, 20# MB)

Lost my rhythm on the pull-ups in the 2nd round but didn’t come off the bar, so was able to get all 3 rounds done without breaking up the pull-ups.

Even though I didn’t feel that great, turned out to be a pretty good training session. Solid position work on the snatches and a split jerk PR.

Rapid Fire Squats

Over to Kevin’s garage tonight.

Warm-up

  • 3:00 Air Dyne
  • 10# plate work for shoulder shrugs and some squats holding it out front

OLY

Split Jerks

  • 2 x 75# (also 5×75# shoulder press)
  • 2 x 135#
  • 2 x 155#
  • 2 x 185#
  • 2 x 205#
  • 2 x 2 x 225#

Felt pretty terrible but I still tried to push it. Had 245# on the bar and then on my shoulders but decided to not even try it. The first set of 225# was ugly enough, so I dropped the weight from 245# and did another double with the 225#.

Block Power Cleans @ Knees

  • 3 x 135#
  • 3 x 165#
  • 3 x 195#
  • 2 x 215# (+1 fail when I didn’t even try to get under it)

The lifts at 215# were not so great. I got the bar low on my chest and without a good elbow turnover, so really had to save it. Was hard on my elbows!

Strength

Back Squats

  • 5 x 135#
  • 3 x 205#
  • 3 x 225#
  • 3 x 245#
  • 3 x 255#
  • 10 x 2 x 275# (rapid fire!)

Kevin and I kept going back to back on the 10 doubles with 275#. Our goal was to be all done in less than 10:00 and it was just a couple of seconds over 9:00 total, so under 9 for each of us individually. Wasn’t as hard as I was expecting and would be fun to try it even faster next time with no waiting between sets; go as soon as the other guy racks the bar. These are typically called cluster sets and your body is supposed to think of it as one big set.

4 Sets NFT

  • 10 Reverse Hyper (160#)
  • 5 Deficit Kipping HSPU (AbMat w/ 25# bumper and 55# competition plates stacked up)

I tried to do strict HSPU but could barely get one rep at that height.

WOD

Partner Rowing Intervals

  • 8 x 250m Row
  • Rest while partner rows

Same rower, so rest during transition time too. I think I got faster as the rounds when on. Definitely started to hit muscle fatigue in my hamstrings and ass in the last interval though, so good place to stop.

All Lifting

Went over to Kevin’s at 7pm. Legs are still pretty sore from the last few days. Warmed up with a quick 500m row.

Cleans

Off blocks set at the knee.

  • Warm-up with empty bar 45# position work
  • 2 x 3 x 95#
  • 2 x 3 x 115#
  • 3 x 155#
  • 3 x 175#
  • 3 x 205#

Back Squats

  • 5 x 135#
  • 5 x 185#
  • 3 x 225#
  • 3 x 255#
  • 1 x 275#
  • 1 x 295#
  • 1 x 315#
  • 1 x 325#
  • 3 x 5 x 245#

Jerk Lockouts

  • 2 x 135#
  • 2 x 185#
  • 2 x 205#
  • 2 x 225#

Split Jerks

  • 2 x 125#
  • 2 x 135#
  • 2 x 155#
  • 2 x 185#
  • 2 x 205#

Incline Bench Press

  • 5 x 95#
  • 5 x 125#
  • 5 x 135#
  • 5 x 137.5#

Good Mornings

  • 5 x 155#
  • 5 x 155#
  • 5 x 175#

Incline Bench Press w/ Earthquake Bar

  • 5 x 70# (35# KB on each side)
  • 4 x 100# (35# and 15# KB on each side)
  • 5 x 90# (35# and 10# KB on each side)

Two and a Half Hours

Had a well-deserved rest day yesterday and walked 18 holes on the golf course, playing one of my best rounds ever. Went in at 2:30pm today for some open gym time.

Warm-up

  • 3:00 Air Dyne
  • 3:00 DU
  • PVC Pass-thrus

XWOD

5:00 EMOM

  • 3 Hang Snatches (95#)

Working on speed of getting under it and warming up the CNS.

Olympic Lifting

Did the jerk footwork drill for a few minutes.

Split Jerks

  • 3 @ 95#
  • 3 @ 115#
  • 3 @ 135#

Again, working on speed and really driving down under the bar.

Then Casey and I decided to try out part of the lifting WOD from the team competition we’re doing next Sunday. We did an I go, you go for 5:00, increasing the weight by 10# each set for clean and jerks. Started at 135# and got up to 225# just under the time limit. No misses and had to change our own weight, so will be fun to see how fast we can get the girls done and then on to us. Maybe we can get up to the 250#, which is the max weight we’ll have for the workout. Will be fun!

Strength

  • Back Squats: 20 @ 225#
  • Pullovers: 2 x 20 @ 45# DB and 20 @ 60# DB

Little something from the Super Squats program. Pretty brutal taking a 10 rep weight and trying to go for 20. Was not easy and thought I was going to pass out on those squats.

Did some more DU, getting a streak of 73 before my rope hit the Air Dyne behind me! I wanted to get that 100.

WOD

Ladder, not for time. Go through once until failure and then start over from 1 and do it to failure again.

  • 1 Strict Chin-up, 2 Strict Ring Dips, 3 Sit-ups holding 10# plate
  • 2-4-6
  • 3-6-9

I got through the 5th round plus 6 chin-ups and 6 of the dips and then only got through round 3 plus 4 chin-ups and 6 dips. Not as intense an a normal metcon but great strength work and still got the heart pumping.

Solid 2.5 hours in the box. 🙂

On Short Rest

In at 10am on short rest after doing 8pm last night. Trained with Kevin and Monica.

Warm-up

  • 500m Row
  • PVC Pass-thrus

This has become my go-to warm-up when doing our own programming. Need to start switching it up some.

Strength

10:00 EMOM

  • Evens: 5 Weighted Dips
  • Odds: 5 Weighted Pull-ups

I went 20-25-25-30-35 on dips and 20-20-20-20-25 on pull-ups. The pull-ups were a real struggle today.

10:00 E2M

  • 4 Clean High Pulls
  • 6 Pendlay Rows

I stuck with 135# throughout and tried to work on some technique during the high pulls.

OLY

10:00 EMOM

  • High Hang Squat Clean
  • Hang Squat Clean
  • Squat Clean
  • Split Jerk

This was pretty brutal doing the 4 reps every minute. Not much rest time. I used 135# for the first set, then 145# for 4 sets, 155# for 3 sets, and finished with 2 sets at 165#.

WOD

5 Rounds

  • 8 HSPU
  • 12 American KBS (53#)
  • 400m Run

Went unbroken on everything, but my running kind of sucked after the 2nd round. Finished in 12:01.

Planning to take a rest day tomorrow and go golfing as long as the weather is nice.

Rested Wednesday

Needed that day off yesterday. Worked out at 10:30 today. Kevin and I split off and did our own thing.

Warm-up

“Russian Twist Annie”
50-40-30-20-10

  • DU
  • Russian Twists (35# KB)

My DU were not the greatest, but finished in 5:03. Did another set of 40 unbroken DU a couple of minutes after finishing.

Strength

10:00 E2M

  • 5 HSPU
  • 5 Ring Dips
  • 5 Pull-ups

All movements are done strict, moving as fast as possible between them. On the last set, MAX out each movement. Finished each of the first 4 rounds in about 40-45 seconds, so had over a minute to rest. This combination was much tougher than expected. I got 5-6-5 in my last set and it was a struggle!

Warmed up a little more with some lighter clean and jerks.

WOD

5 Rounds (205#)

  • 5 Deadlifts
  • 3 Power Cleans
  • 1 Jerk
  • 10 Pull-ups

Rough. The 3rd power clean every round was pretty ugly and the jerk was by far the hardest part of the whole thing. Starting off with those 5 deadlifts wiped me out more than expected. Was shooting for this to take about 10 minutes and I fell just under, with a time of 9:57.

Finisher

We loaded up the 90# prowler sled with four 45# plates. Did 4 rounds of 25m high down and low back, then finished with a 40m low down and high back. Rested 1-2 minutes between each round.

Competition Thursday at Survival Fitness

After 3 intense days of doing our own programming, it was time to get back to a group class. Matt has turned Thursday into competition day at Survival Fitness and will be bringing back old Open or Regional WODs for the most part. Should be a lot of fun and keep the competitive atmosphere going. I went to the 9am.

Warm-up

  • 30 Air Squats
  • 20 PVC Pass-thrus
  • 30 PVC OHS

I also did some jump rope to warm up the calves for box jumps.

WOD

2011 CrossFit Games Open Workout 11.2
15:00 AMRAP

  • 9 Deadlifts (155#)
  • 12 HR Push-ups
  • 15 Box Jumps (24″)

My first time trying this WOD. It was a grinder at that 15 minute length. I think I did the first two rounds of push-ups unbroken, but then 7-5 almost every other round to keep from reaching failure. Pushed through 12 slow unbroken in my last round. Had some no-reps on the box jumps, but rebounded almost everything. Finished with 10 rounds plus 6 deadlifts for a total of 366 reps.

Strength

Warmed up with 5 @ 135# on front squats and then went into what was prescribed for my squat program, although I accidentally went an extra 5# in the first set; 5 reps at each of 165#, 175#, and 185#. Not as easy as I thought it was going to be since those are only 60%, 65%, and 70% of my 1RM. But I’m not used to doing strength after a WOD either.

Then I did a Tabata bench with 115#. Started out too fast with 13 reps in the first round and everything was downhill from there. I had 40 reps through 4 rounds and ended up with 60 total, even failing on a rep in round 7. Have to take into account this is after 120 push-ups too.

Headed over to Kevin’s at night for some garage work with all of his toys. Figured I could handle a little extra work since tomorrow is a rest and massage day and then Saturday morning I’m doing a duathlon.

The Backside

3 Rounds (not for time)

  • 10 Reverse Hypers (120#)
  • 7 Glute Ham Raise
  • 20 GHD Sit-ups

Hopefully this stuff helps increase my squats as well as the extra squatting I’m doing.

Split Jerks

I’ve been wanting to try out the jerk blocks Kevin built and tonight was the night. My technique kinda sucked. Ugh! I did a couple of double at 95#, then doubles at 125#, 155#, 185#, and 205#. My last was going to be a double at 225# but after the 2nd rep Kevin wanted to try out a burst-mode camera app, so I did a 3rd rep. I’m happy with the weight I was able to do (my 1RM is 245#) but wish my technique had been better. Still need a lot of work.

I was going to do some light snatch work, but after having trouble landing a 95# snatch, I canceled that idea. My shoulders just weren’t having it. So I went back at my hamstrings and did 10 RDLs at 115#, 205#, and 205#.

Hit Them Shoulders Hard

My low back and trips are pretty spicy from yesterday. Went in for the noon class.

Warm-up

  • 2m Jump Rope
  • 2 Rounds
    • 2 Shoulder Press
    • 2 Push Press
    • 2 Push Jerk
    • 2 Split Jerk
  • 5 Pause Push Jerks
  • 5 Pause Split Jerks
  • 5 Jerk Footwork

Used an empty 45# bar for everything. Shoulders were nice and warmed up after this!

Strength

5 Sets

  • 1 Shoulder Press
  • 3 Push Press
  • Max Jerks
  • 2m Rest

This is superset week. 🙂

Weight Shoulder Press Push Presses Jerks
95# 1 3 16
105# 1 3 12
125# 1 3 6
135# 1 3 4
140# 1 3 5

Wow! Nowhere near my 1RM of 160# on the shoulder press, but that’s a lot of volume with the push presses and the jerks.

WOD

12:00

  • 800m Run (buy-in)
  • AMRAP
    • 5 Curtis Ps (95#)
    • 30 DU (unbroken)

The run really gets you. I missed about 6 times in my 2nd round of double unders, twice in the 20s and one at 27 unbroken. Ugh!! That took a lot of time and winded me bad. I finished with 3 complete rounds plus 5 Curtis Ps.

Tomorrow I’m resting. It’s been a brutal few days.

A Hike and Olympic Lifting

I didn’t end up golfing this morning because I went back to test out some new golf irons. After I was done, I headed straight to Piestewa Peak for a hike. I had to park in the farthest parking lot from the trail head, so the total distance was 2.85 miles, which I completed in 1:11:07.

There wasn’t an Olympic lifting class at CrossFit Full Strength last week because of the Super Bowl, but it was back on the schedule today, so I made sure to get there. After doing a 500m warm-up on the rower, we worked on transfer skills and strength for them.

First we started with hanging muscle snatches. Nothing too complex, but I had to work on keeping the bar close to my body on the way up and not starting the move with a dip of the shoulders and body. The weight quickly got heavy, but I guess that’s why it’s called a muscle snatch. I think I got up to 95#.

The next thing we did was heaving snatch balance into a receiving position, followed up by an overhead squat. The OH squat is an awkward movement to get the hang of. I have trouble keeping it locked out, back behind my head, and still make sure I’m pushing up on the bar. I started rocking a few times, but think I was getting better. Got up to 95# again doing these.

Finally at the end, we worked on a slow jerk movement. Starting in the rack position, we’d go up on to our toes and pause the bar at our forehead for a second or two. Then from there we’d concentrate on dropping below the bar into the split jerk. I have a tendency to split too wide with my feet. We started with just the 45# bar, but as I added weight I felt that it helped me to keep the split smaller. I only worked up to 85# on these because we did a lot with the bar and were concentrating on the split portion more than anything else.

I really like going to these Oly classes because they are really slow paced with a lot of instruction from Johnny. They are really helping me out during the strength work and WODs of regular classes.

After I got home I worked on DUs for awhile. I did better than I’ve been doing in class, but still a struggle.

My hands are healing a little Only soreness…

My hands are healing a little. Only soreness I can remember this morning is that twitch in my right ass cheek again. Today was a double WOD day.

Warm-up

  • 400m Run
  • 2 rounds
    • 15 Air Squats
    • 10 Push-ups
    • 5 Pull-ups (strict)
  • PVC Bergener Warm-up
  • PVC Jerk Transfer Skills

I wish we did more push-ups to build up that strength.

Strength
12:00, every minute on the minute

  • 1 Clean
  • 2 Split Jerks

I started out with 95# and ended up with 125# for the last 3 sets.

WOD #1
3m AMRAP

  • 5 Push Press
  • 10 KBS

I used 105# for the push press and 62# for the KBS and both were all I could handle at the end. I was able to do 3 rounds plus 1 more push press.

We took a 4 minute rest before going to the second WOD.

WOD #2
3m AMRAP

  • 5 Burpees
  • 10 Pull-ups

Because of my hands I had to do ring rows, which were challenging enough as it is. I finished 3 rounds plus 5 burpees and 3 more ring rows. You wouldn’t think a couple of 3 minute workouts would be that bad, but just like any other WOD, they really surprise you. My shoulders are already sore from all that work, so it’s a good thing tomorrow is a rest day.
