Wednesday in Hawaii

Hawaii is really nice! 🙂 Needed to get my sweat on this morning though. Warmed up with about a 400m run up a hill, back down, and in a little loop.

WOD

“Annie”
50-40-30-20-10

  • DUs
  • Sit-ups

Started out shaky with my DUs so I was worried this would take ages. Found my groove in the round of 40 and then did 30-20-10 all unbroken. Total time was 7:41, a PR by 45 seconds.

Strength

10:00 EMOM

  • Odds: 15 Goblet Squats (40# DB)
  • Evens: 15 Push Presses (40# DBs)

Did this in the little fitness center they have here in the resort where we’re staying. Did everything unbroken and although neither was easy or completely difficult, it was a nice challenge. I tried to go for speed along with quality in the goblet squats because I really need that quickness for my air squats.

Short and sweet, but a nice little workout. Just what I needed.

Aloha!

Arrived in Hawaii on the beautiful island of Kuaui yesterday for a work trip. 🙂 Yeah, I know it’s rough! Did a few things in my room this morning.

3 Rounds

  • 1m Air Squats
  • 1m Rest

I didn’t do anything else to warm-up before this, so was a little slow coming out of the gate. Got 57, 59, 59. Need to get that up to around 70.

100 HR Push-ups

Finished in 5:42, a new PR by 4 seconds! I actually thought my best time was in the 5:30s, so am really happy after looking at the history.

Tabata Sit-ups

Kept a steady pace during each working interval and was able to get exactly 10 each time for a total of 80.

Meet “Nancy”

It’s been a cold few days here in Phoenix, with freezing temperatures every night. Since today’s WOD had running, I was not going at 9am! Went in for the noon, which was good running weather.

Warm-up

  • 3 Rounds
    • 3 Pull-ups
    • 6 Push-ups
    • 9 Air Squats
  • 30 AbMat Sit-ups
  • 30 Supermans
  • Bergener Warm-up (45#)

Strength

10:00 EMOM, increasing weights

  • Power Snatch
  • OHS

I started with 75# and went up 10# each minute until I hit 135#, where I did a few sets before going to 140# for the last set. I did all arm pull on the first attempt and then hit it with an ugly attempt. My snatch needs work!

WOD

“Nancy”
5 Rounds

  • 400m Run
  • 15 OHS (85#)

I could have done it Rx with 95#, but I would have had to break up the OHS. By using 85# I was forced to fight for my reps and was able to keep it unbroken. Finished in exactly 15:00. Hitting all 15 in-a-row on the last two rounds was a fight and the bar was swaying all over the place. First shot at “Nancy” was a good one.

Sunday’s Triple WODs and OLY

Up and at ’em early for the 9am. Lower back is a little tight from the deadlifts yesterday, but feeling good otherwise.

Warm-up

  • 500m Row
  • 2 Rounds
    • 10 Push-ups
    • 10 Pull-ups
    • 10 AbMat Sit-ups

Each of the following 3 WODs have a 10 minute time cap with a continuous running clock. So if you get done with a WOD early, you rest until the next 10 minute chunk comes up.

WOD #1

3 Rounds

  • 10 Ring Dips
  • 50 DUs

Busted through this one in 3:37, hitting the last 50 DUs unbroken. Broke up the ring dips a bit in the 2nd and 3rd rounds

WOD #2

3 Rounds

  • 14 HSPU
  • 40 AbMat Sit-ups

I knew this one would be the toughest because that’s 42 HSPU and the sit-ups are never fast. I did the first round of HSPU unbroken, which is my best streak to date. Was really forced to get the kip down earlier in the week, which helped a lot here. I think I went 8-6 and then 6-4-4 in the last two rounds. Finished in 7:42.

WOD #3

3 Rounds

  • 10 Hang Power Cleans (135#)
  • 15 Burpees

Good way to finish it out. For the cleans I went 10 unbroken in round 1, 5-5, and then 6-4. Just tried to keep a nice steady pace with the burpees so I could keep going. Total time of 5:29.

That was a fun workout and a nice one for a Sunday.

Olympic Lifting

I headed back to eat something and then was back to CrossFit Full Strength at noon for the OLY class.

We started out doing a type of bear complex.

  • Deadlift and power up to shrug.
  • Hang Power Clean
  • Front Squat
  • Push Press
  • Back Squat
  • Push Jerk (from the back)

I did a few of those with 95# and then we did one EMOM for 10:00. I stuck with 95# for the first 5 and then jumped up to 115#. After a bit of rest we started doing:

  • Power Clean
  • Squat Clean
  • Push Jerk

I did one at 115#, one at 145#, and then three at 165# I think. From there we went to push presses, working from some warm-up sets of 5, to triples, doubles, and singles. I’m not exactly sure what weights I used, but I think it was something like:

  • 5 @ 95#
  • 5 @ 105#
  • 3 @ 115#
  • 3 @ 145#
  • 2 @ 155#
  • 1 @ 165#

I wasn’t keeping track and really don’t remember. Next up we did sets of 5 strict shoulder presses.

  • 5 @ 95#
  • 5 @ 95#
  • 5 @ 105#
  • 5 @ 115#
  • 4 @ 125#

There was a lot of good work in that hour+ of work. It’s good to be back for the Olympic lifting work for sure. Johnny knows his stuff and was picking out a few little things in both my clean and my jerk. I tend to sit forward a bit when receiving the cleans and not enough back on my heels. My stance was starting with my feet too far apart in the clean, not allowing enough room for my knees to push out and get out-of-the-way of the bar. I need to get my front foot out forward more in the jerk. Good stuff!

After the HSPU and all of that pressing, my shoulders are feeling it.

Cardio Sunday

Pretty sore from yesterday. It hurts to even touch my traps. Went in for the noon class and was thrilled to see it was an “easy” one.

Warm-up

Tabata Mash-up

  • PVC Pass-thrus
  • Bottom Squat Hold
  • Jumping Jacks

WOD

  • 100 Jump Rope Singles
  • 50 Lunges
  • 50 Push-ups
  • 50 AbMat Sit-ups
  • 100 Jump Rope Singles
  • 40 Lunges
  • 40 Push-ups
  • 40 AbMat Sit-ups
  • 100 Jump Rope Singles
  • 30 Lunges
  • 30 Push-ups
  • 30 AbMat Sit-ups
  • 100 Jump Rope Singles
  • 20 Lunges
  • 20 Push-ups
  • 20 AbMat Sit-ups
  • 100 Jump Rope Singles
  • 10 Lunges
  • 10 Push-ups
  • 10 AbMat Sit-ups

At least they weren’t hand-release push-ups, but still were the toughest part and I had to break them up a lot. Finished in 17:53.

Finisher

Death by Jingle Jangles (18′, by 3s)

Got through 27 and was on pace to get through 30, but slipped on some sweat or water around number 22 and nearly did the splits. I was so pissed because I wanted a shot at breaking my 30 + 21 gym record.

Casey’s Birthday WOD

In at 10am for my last Survival Fitness class for a few days. Heading up to Rogers City for x-mas.

Warm-up

4 Rounds

  • 15s Zombie Kicks
  • 15s Butt Kicks
  • 15s High Knees
  • 15s Air Squats

WOD

28:00 AMRAP Partners (Each partner does a round of their own to make a complete team round)

  • 1 HSPU
  • 9 Burpee Clean Thrusters (95#)
  • 8 Double Squat Wall Balls (20# MB, 10′ target
  • 5 C2B Pull-ups

I partnered up with Casey and we did well. I started off first and got through 6 full rounds, then Casey got through 3 of his burpees clean thrusters before time ran out, so we had 5 + 27 to top the board. Having those thrusters and wall balls back to back was pretty brutal. Each round I’d start out fast on the burpee clean thrusters, but that would only last for 3 or 4 reps and then it was just a grind.

8:00 Death by AbMat Sit-ups (by 3s)

I was able to get through mine all the way, for a total of 108. Not sure why, but it felt worse than doing 100 in a row the other day. Maybe it’s because of the other day!

Running On Fumes

I was wide awake at 4:30am. After laying there for another 15 minutes, I crawled out of bed and put on the coffee. Was I really going to go to the 5:45am class? Yep!

Warm-up

5 Rounds

  • 15s Zombie Kicks
  • 15s Jumping Jacks
  • 15s Standing Bicycles
  • 15s Butt Kicks

Strength

5×5 Deadlift

I went with 10 reps at 135#, then 5 each at 225#, 275#, 315#, and 345#. Once I had 345# moving, the reps were smooth and pretty easy. Now that I look back in my book, I made a mistake and should hove gone heavier. I got 345# for 5 reps with a 3″ deficit a few weeks ago. Oh well, it saved me from having to use more weight in the WOD I guess.

WOD

24:00 EMOM

  • Odds: 5 Deadlifts (175#) & 7 Burpees
  • Evens: 15 Russian KBS (53# KB)

Wasn’t bad at all. Easily completed all of the reps within the 30 second goal of each minute. My low back did start to get a little tight, but I was already feeling it some from the C&Js yesterday.

Finisher

100 AbMat Sit-ups

Flew through these in 3:34, beating my time of 4:03 from October 2nd. Good way to finish off the workout.

To be honest, it was kind of fun working out with a different group of people and the early morning didn’t bother me once I was up and moving. Fun to be in a class taught by Cora too. I’ll probably need a nap at some point later today.

Feeling, Bad to Good

I got up early for a Saturday. I think it was before 7:30. Didn’t feel good all morning as I lazed in front of the TV. Seriously thought about staying home from the gym, but went to 10am anyway.

Warm-up

50 Rounds

  • 2 Russian KBS (40# KB)
  • Goblet Squat (40# KB)

It took a few reps to get used to releasing the KB after the 2nd swing and catching it for the goblet, then throwing it back in the air after the goblet to go into the next swings.

WOD

  • 100 Jump Squats
  • 25 “Gladiator” Man Makers (25# DBs)
    • Row, Push-up, T, Row, Push-up, T, Stand, Clean, Press
  • 50 Burpees

Those jump squats to start are deceptively difficult. I was feeling the burn in my legs at 30 reps. Broke the gladiator man makers down in to 5 sets of 5 by using a popsicle stick for every 5th rep so I didn’t lose count. When a movement is as complicated as these were, counting always gets hard. Having to move the stick provided a nice little break in there. The last 10 reps were difficult, with the T (twist your torso and reach the DB straight up to the sky) being the hardest part. Once I got to the burpees I knew the end was in sight and knocked them out unbroken. I flew through the last 5 as fast as possible for that extra little push.

I think my time was 17:34. It wasn’t the heaviest use of DBs, but I couldn’t have gone any heavier with that type of intensity, so I’ll take my top time of the class. It’s been awhile since I’ve knocked out a WOD like this, so I think my conditioning is coming back up. And to think I wasn’t feeling well before getting to the gym.

Finisher

10-20-30-20-10

  • Russian Twists (35# KB)
  • AbMat Sit-ups
  • Weighted V-ups (20# DB)

Ugh, this ab circuit Kevin made up a couple of weeks ago is horrible, mostly because of the weighted v-ups. It was especially bad today because our abs were fatigued from the plank position held for most of the WOD.

Hopefully I feel up for some rowing later tonight.

Jill’s 29th

I was planning to take a rest day. Kevin asked if I wanted to help come up with WOD, so he made up the warm-up and I did the WOD. After coming up with it, I knew it looked like fun and I had to give it a try. Matt came in and partnered up with me in the 11am class.

Warm-up

10-20-30-20-10

  • Russian Twists (30# KB)
  • AbMat Sit-ups
  • Weighted V-ups (20# DB)

This sucked! My midline got a good workout last night with the GHD sit-ups and pullovers, so finishing these was a struggle. Took 13 or 14 minutes.

WOD

Since it was Jill’s birthday, everything was based on her age and birthdate.

1983s (33:03) AMRAP
* Partners with one person working at a time

  • 29 Hollow Rocks
  • 29 Pull-ups
  • 29 DB Snatches (45# DB)
  • 29 Wall Balls (20# MB, 10′ target)
  • 12 Curb Runs (100m)
  • 1 High Five

We split things up pretty evenly and kept a great pace. This was the best I’ve ever done on pull-ups. I did 14-14-14-15-16 of the pull-ups and all rounds I did unbroken. The most kipping pull-ups I’d done in a row was 15 before today. We ended up with the best score of the day by getting 4 full rounds and all the way through to 21 of the wall balls. When I made up the WOD I wasn’t thinking the run would be such a big portion of it, but it was probably about half of our time for each round.

Tabata WOD

I felt like shit all day yesterday after the workout. I’m not sure what’s going on with me lately. Either my cardio is that bad that the workouts are killing me or I’m learning to push myself harder and that’s draining everything I have. Went to the 9am today.

Warm-up

  • 50 Butt Kicks
  • 50 Jumping Jacks
  • 50 High Knees
  • 50 Zombie Kicks
  • 50 Lateral Hops
  • 50s Plank
  • 50 Bicycles
  • 50 Hip Thrusts

Really felt the hip thrusts in my ass and hamstrings.

WOD

  • Tabata – Lateral Over the Bar Burpees
  • 1m Rest
  • Tabata AbMat Sit-ups
  • 1m Rest
  • Tabata Pistols
  • 1m Rest
  • Tabata Ring Dips
  • 1m Rest
  • Tabata Ring Rows

Much harder than it looks on the board. I listed them here in the order I did the WOD. I think it was good to start with the burpees and then sit-ups because I was freshest at that point. Managed 49 over the bar burpees and 91 sit-ups. Tried to do strict pistols but just wasn’t happening, so after a couple of reps I started holding a post for balance and support. Alternated legs each round and ended up with 60 reps. I went strict for the first 4 rounds of ring dips and then used a purple band the rest of the way to get a total of 49 reps. Started with straight leg ring rows and moved my feet in as they got harder. 55 reps there for a total of 304 in all.

Finisher

12:00 AMRAP

  • 10 Side Bends on each side (53# KB)
  • 10 V-ups

Once again, the WOD killed me and I was ready to be sick. Went kind of slow, but managed to get 7 rounds in.
