Beat the Heat

I contemplated golfing today instead of hitting the gym, especially since I’d worked out 5 days in a row already. Friday was just some accessory work and double unders, Saturday was a little squat volume and only a 2 mile run, and Monday wasn’t a very taxing partner workout though. It was going to be another 85 degree day with high humidity so not that fun for golf. There wasn’t any lifting to affect my back, so I planned on going to the 4pm class. After waking up I decided to do 9am instead and get it over with. Will also give me more recovery before working out again on Friday. Tomorrow will be a perfect day for golf with a high of 71.

Warm-up

  • 400m Run
  • 3 Rounds
    • 10 Air Squats
    • 20 Jump Rope
    • 20 Double Unders
  • 400m Run

Already sweating and ditched the shirt before the second run.

Conditioning

E3M – 30:00 (10 Rounds)

  • 15 cal Row
  • 15 Burpees
  • 30 Double Unders

I had to do the math a few times after realizing there were 150 burpees of interval work! The workout description said to log your slowest round, so it was important not to go out too hot and die.

I knew I wanted to pull > 1,200 cal/hour and probably averaged about 1,300 for the first two rounds. I picked it up slightly and improved my transitions after that. Average was probably 1,400 cal/hour the rest of the way. I held a very steady pace on the burpees through the entire workout, making sure not to speed through that first round. After about 5 rounds, my shoulders would start burning a little bit after 5 burpees, but I kept telling myself to get through them and keep moving. Really happy with how I was able to keep pushing in the second half of this workout. Hard to get much more consistent than I was with my times and it turned out my first round was my slowest! I never missed a dub or that would have become my slowest round.

My times were 2:02-2:01-2:00-2:00-1:59-2:00-2:00-1:59-1:59-1:59. Every round between 1:59 and 2:02 with a total work time of 19:59. Once I got a few rounds in my goal became to not get slower than that first round 2:02.

Maybe it was all of the pizza I ate last night.

Nasty E3M

Got rained out for golf again. Well not quite a rain out at the time, but the course was closed because we’ve had so much rain. Went to the 4pm class.

Warm-up

2 Rounds

  • 300m Row
  • 5 Strict Pull-ups (fat bar)
  • 10 Shoulder Presses (45#)
  • 15 Air Squats

Strength

Warmed up shoulders some more with 6×95# and 4×115#.

5 Sets

  • 2 Shoulder Presses (135#)
  • 5 Weighted Pull-ups (20# DB in feet)

Was supposed to be at 85%, but no idea what my shoulder press is these days. Ended up being a good choice in order to keep form. Been awhile since I’ve done some strict pull-ups.

Conditioning

E3M – 6 Rounds

  • 200m Run
  • 12 Double Dumbbell Thrusters (40#)
  • 12 T2B

This as an EMOM type workout is evil because you really have to go unbroken on the thrusters, which I wouldn’t do if it were an AMRAP. First round was done in 2:12 and then 2:16 for the second. Third was around 2:30-2:40 I think and in the fourth I had to start doing singles on the T2B, so I ran over time and took off for the run without any rest. Needless to say it was a very slow run there and on the final one. Turned into survival mode at that point. I got through the thrusters unbroken again and had to do all single T2B. Was about a minute late heading out for the 6th round and only had time for 8 thrusters before the clock hit 18:00. I had no intention of finishing out that final round today! Another high volume toes-to-bar day with 60 reps since I didn’t do the last set of them. Hopefully my stamina for them starts improving.

If that’s an AMRAP from the start I definitely go 7-5 on the thrusters, which would keep my heart rate down and maybe even get me through all six rounds. That run right into the thrusters sucks and the reps just add up after all those rounds. I was struggling with the 40# in the last couple rounds and the Rx was 53# kettlebells.

Hopefully get to golf tomorrow!

All About the T2B

Little hung over most of the day and even took a nap. Went to the 4pm class.

Warm-up

  • 1:00 Row
  • 50′ Walking Lunge
  • 1:00 Row
  • 10/10 Single Leg Lateral Step-ups (32″)
  • 1:00 Row
  • 5/5 Single Arm Dumbbell Clean and Push Press (30#)

Strength

Front Squat

  • 10×45#
  • 6×95
  • 4×135
  • 2×165
  • 2×185
  • 3x1x215

Wasn’t pushing it after the deadlifts yesterday. Live to lift another day. 🙂

Conditioning

EMOM: 3 Burpees (Yes, included the first minute!)

  • 150′ Walking Lunge
  • 100 Air Squats
  • 75 T2B
  • 50 Single Arm Dumbbell Push Press (50#)

The lunges were a breeze and I only had 2 or 3 left when the first minute ran out. Was doing 26 or 27 squats a minute I think. I knew the toes-to-bars would be the challenge in this one and was hoping triples would last awhile. I think at 30 reps I started doing doubles and was down to singles before I hit 40. Tried to drop, turn and get right back up on the bar to keep it going. When I got to the push presses, those went quick. Finished in 15:33.

Shoulder feels pretty good considering how many reps some of these workouts on the rig have had the last couple of weeks.

Tight on Thrusters

Was gone all weekend golfing at Arcadia Bluffs. Amazing! My back has been tight ever since making a hard swing at a ball that was burried in some foot long rough. I felt it right away and was tight the rest of the trip. Went to the 4pm class.

Warm-up

2 Rounds

  • 10 Rower Pulls Easy
  • 10 Rower Pulls Sub (1:30/500m Pace)
  • 10 Rower Pulls Easy
  • 15 Air Squats
  • 15 Push Ups

Strength

Thrusters

  • 6×45#
  • 3×95
  • 3×125
  • 3×145
  • 3×165
  • 3×185
  • 3×205

I started using my belt with 165 and up. Felt the last rep with 205 a little bit in the bottom of the 3rd squat, so stopped after that. My goal was to at least match the 3×205 push press I did last week, thinking my squat would be the current weak link. Mission accomplished. In December of 2016 I did 215# for a triple, which is the heaviest I have recorded, so 205 is good for my current strength.

Conditioning

  • 200m Run
  • 15 Dumbbell Thrusters (40# DBs)
  • 15 Hard Row Pulls
  • 200m Run
  • 12 Dumbbell Thrusters
  • 12 Hard Row Pulls
  • 200m Run
  • 9 Dumbbell Thrusters
  • 9 Hard Row Pulls

Normally a row would be to my advantage in a workout, but everyone is doing the same number of pulls here. Sprinting on them just killed me for the rest of the movements. I scaled back from 50# dumbbells to protect my back and make sure I could go unbroken. I didn’t quite get up to the 1:30 Rx pace, but figured I wouldn’t when I was barely able to pull it fresh in the warm-up. It took me 3-4 pulls to get up to speed each round before counting the reps. I pulled 1:35 the first round, 1:38 in the second, and 1:35 in the third. Was able to do the thrusters all unbroken, but the second and third runs were a slow jog, trying to catch some breath. Finished in 7:49.

Active Life – Bulletproof Shoulders 3

3 Sets

  • 100m Right Arm Overhead Carry
  • 1:00 Rest
  • 100m Left Arm Overhead Carry
  • 1:00 Rest

I used a 40# DB for the first two rounds and then a 50# to finish it off. Couldn’t have gone much heavier.

Leet

Walked 18 yesterday and it was another hot day. This morning I was just under 198# on the scale for a new low. Felt tired through the day and actually laid down for about 20 minutes in the afternoon. Went to the 4pm class.

Active Life – Shoulder Abduction 12

**Accumulate 2:00 OH Hold with 80-100% of shoulder press

4 Rounds

  • 30s Overhead Hold (135#)
  • 1:00 Rest

That is it for the corrective action programs. I’ll start working in some of the Bulletproof Shoulders program now.

Warm-up

  • 400m Run
  • 2 Rounds
    • 10 Push-ups
    • 10 Good Mornings (PVC)
    • 20 Single Unders
    • 20 Double Unders

Weightlifting

Power Clean – TnG Triples

  • 2x3x45#
  • 3×95
  • 3×135
  • 3×165
  • 3×185
  • 3×205
  • 3×225
  • 2×230

I’m still bruised up from The Chief last week. Caught the second with 230 with really wide feet, so then I “Clarked” the third one.

Conditioning

  • 50 Calorie Row
  • 50 HSPU
  • 50 Sumo Deadlift High Pulls (95#)
  • 150 DU

Kept a 1,200 cal/hr pace on the rower and was done just under 2:30. Kicked up and did 10 sets of 5 handstand push-ups. I think I was done by 7:00. Earlier this year I did a WOD of 50s and HSPU were the first movement. I went 10-10-10-7-7-6 to get through them in 3:40, so I knew starting with a row that I should be a lot more conservative and it worked well.

Couldn’t tell you the last time I did a SDLHP and I’ll be the first to tell you I think it’s a stupid movement. Was really struggling with them and did 10×5 there as well. Was on to the rope around 11:00 I think. Tried to do sets of 15 to 35, which worked pretty well. After getting through the first 50 reps I think my heart rate slowed and then did much better through the rest. Finished in 13:37. Anyone who deals with computers should get a kick out of the Leet-ness of that number.

Mobility

Tricep smash with barbell for about six minutes.

Hitting the golf course again tomorrow and it looks like it’s going to be even hotter.

Pace By Feel

After the workout Tuesday, I started feeling sore in my lats and even more in my chest, so I’m thinking it has to be the pull-ups. Still pretty sore today. My shoulders were not ready for over 120 reps on the rig in two days I guess! Walked 18 holes yesterday and went to the 4pm class today.

Active Life – Shoulder Abduction 7

Accumulate 2:00 Single Arm Overhead Hold (per side)

4 Rounds

  • 30s Right Arm Overhead Hold (35# DB)
  • 30s Left Arm Overhead Hold (35# DB)

Warm-up

2 Rounds

  • 20 Calorie Row
  • 15 Push-ups
  • 10 Box Jumps (20″)

Strength

  • 10 Bench Press (45#)
  • 10 Bench Press (95#)
  • 10 Bench Press (135#)
  • 10 Bench Press (145#)
  • 10 Ring Rows
  • 10 Bench Press (155#)
  • 10 Ring Rows
  • 10 Bench Press (165#)
  • 10 Ring Rows

Conditioning

“Christine” – 3 Rounds

  • 500m Row
  • 12 Deadlifts (bodyweight – 200#)
  • 21 Box Jumps (20″)

Warmed up deadlifts with 10×45, 5×135, and 5×185. I had a feeling this workout would suit me well especially with the shorter box. Didn’t want to go out too hot though, so I did an easy 1:50 for my first row. I did the deadlifts in 2×6 each round with a short break so I could swap my hands and take the load off my back a little bit before the box jumps. All were jump up and step down. The monitor on my rower shut off right before round 1 started so I got a delay there and then it wouldn’t turn back on for the other rounds. So I rowed my pace for 2:00 on the clock, which was quite generous of me because I can row two minute 500s for a long time. Kind of sucks because I would have liked to push more in the 2nd and/or 3rd round. Oh well. Finished in 11:32

I Found a Limit

Walked 18 holes yesterday and went to the 4pm class today.

Active Life – Shoulder Abduction 2

Accumulate 2:00 Pronated Bar Hang

4 Rounds

  • 30s Dead Hang
  • 30s Rest

Warm-up

2 Rounds

  • 15 Push-ups
  • 10 Shoulder Rolls (PVC)
  • 20 Calorie Row

Strength

Bench Press (5×1)

  • 10×45#
  • 10×95
  • 6×135
  • 4×165
  • 2×185
  • 2×205
  • 1×215
  • 1×225
  • 3x1x235

A long way from my 290 max.

Conditioning

21:00 EMOM (alt)

  • 15 Calorie Row
  • 10 Bench Press (155#)
  • 15 Kettlebell Swings (70#)

I’ve been feeling good on the rower, so I said the hell with it and went for it, doing 2,000 cal/hr for the first two rounds, finishing each in about 28 seconds. I was able to do the bench press unbroken for those two rounds too. Then I started to crash and burn! I think I did 1,600+ for a round or two and then tried to keep it over 1,200. Did 6-4 on the 3rd set of bench and then the final 4 rounds were a struggle to finish in the minute by doing 4-3-3 and almost failing on the last 2 rounds. Especially not being able to start on time because the rows were taking longer and I needed a few breaths. My hands were so fucking sweaty I even had to put the KB down and scaled back the reps to 12 with 7-5 for the final 3 rounds.

What a fucking disaster! I found my limit on the rower for an EMOM like this though. I think it would have been a much different story if I had just gone out at 1,600-1,700 cal/hr.

Walked 400 meters to cool down a bit.

Back to Ring Rows

Yesterday I walked 18 holes on the golf course and was still pretty sore. Guess what… still sore today! It can’t all be from Sunday, so there must have been some compounding soreness from the Tuesday workout. Quads should feel normal tomorrow. Went to the 4pm class.

Active Life – Shoulder Flexion 12

2 Sets

  • 5/5 Thoracic Rotation
  • 10 Evil Wheels

Skipped around again, so I just have the 11th one to finish up. I’ve already done the test and pass so I’ll move on to the Shoulder Abduction corrective action program next.

Warm-up

2 Rounds

  • 200m Run
  • 15 Shoulder Rolls (PVC)
  • 30s Handstand Hold

Strength

Split Jerk: 2-2-2-2-2 @ 70-80%

  • 10×45#
  • 4×95
  • 4×125
  • 2×155
  • 2×185
  • 2×205
  • 2×215
  • 2×225
  • 2×235
  • 2×245

Really happy with that! The range based on my old 300# split jerk (almost 2 years ago) was 210-240, so I was right in the ballpark. Everything from a rack too, which is a lot harder than on blocks. Didn’t use a belt.

Conditioning

  • 20-16-12-8-4 Ring Rows
  • 80m Farmer Carry (32 & 28kg KBs)

Would have loved to try the 10-8-6-4-2 muscle-ups, though it would have taken me a long time to get through on the rings. I split up the ring rows to 4×5, 4×4, 3×4, 2×4, and 4. Quickly put down the kettlebells at 40m so I could turn around and swap hands since I was doing an uneven carry. Finished in 7:25.

After recovering a bit I did some dead hanging and then 3 sets of 10 kip swings (bar taps), which I haven’t done in some time. Shoulder is feeling better, but still something there when I get through the bar. I should get out my Crossover Symmetry bands too.

Quads of Sore-y

Sunday afternoon I spent 4 hours processing a bunch of reclaimed lumber… pulling nails, cleaning up the wood, and then cutting it down in to more manageable pieces. My back was really tight from so much bending over.

Walked 18 holes yesterday and was super sore. My legs kept giving out while walking and anytime I had to walk downhill I almost fell on my face. Quads are so fucking sore! Today I’ve started walking down the stairs backwards. I don’t think I even get this sore from “Karen.” Went to the 5pm class today.

Active Life – Shoulder Flexion 9

2 Sets Each Arm

  • 100m Single Arm OH Carry (40# DB)
  • 30s

Was supposed to be a minute rest between arms but I had to rush it to get done before class started.

Warm-up

2 Rounds

  • 15 Push-ups
  • 10 Shoulder Rolls
  • 10 PVC Passes
  • 200m Run

Strength

Bench Press (6×2 @ 80-85%)

** After each working set complete 5 strict pull ups.

  • 10×45#
  • 6×95
  • 4×135
  • 2×165
  • 2×185
  • 2×205
  • 5x2x215

I’ve definitely lost a lot from my 290 pound max. I did my pull-ups on the rope by reaching up as high as I could. Each set I alternated which hand was high.

Conditioning

20:00 AMRAP

** Alternate rounds with a partner. Finish the round you’re on.

  • 15 Calorie Row
  • 50 Double Unders
  • 15 Double KB/DB Front Squats (30#)

Partnered with Jason, who was missing his rope so struggled on the DU. With my sore quads I wasn’t going heavy on the front squats and the thirty pound dumbbells turned out to be just fine. I missed 3 or 4 times on my first set of double unders but then got 4 sets unbroken. Started out by pulling 1,400+ cal/hr and went faster each round, getting around 1,700 on the 5th round. I was probably though about 12 calories when the clock ticked over, but then we each finished out our 5th rounds.

No Go Bro

Sunday morning was wedding clean-up, drive home, and then chill because I was pretty damn tired. Walked 18 holes yesterday. Went to the 4pm class today.

Active Life – Shoulder Flexion 6

3 Sets

  • 10 Hollow Body Shoulder Flexion (5#)

I also did a little stretching / dead hang on the bar and my shoulder still doesn’t feel comfortable.

Warm-up

  • 3:00 Row (750m)
  • 2 Rounds
    • 5 Inchworms + 2 Push Ups
    • 30 Double Unders

Strength

Bench Press

  • 10×45#
  • 6×95
  • 6×135
  • 3×185
  • 3×205
  • 2×225
  • 4x3x205

I should have known when 185 felt heavy that it wasn’t going to go as I hoped. I shouldn’t have expected much when it’s been so long since I benched. Good decision to not try the 3rd with 225.

Conditioning

  • 50 cal Row
  • 4 Rounds
    • 15 Push Jerks (115#)
    • 50 Double Unders
  • 50 V-ups

Held about a 1,200 cal/hr average and finished in 2:30. With scaling back from 135 pounds, the plan was to try to do each set unbroken. After the first one I knew that wouldn’t be a smart move so I did 9-6 the rest of the way. I missed DU at 23 in the first set, something like 22 and 40 in the second set, forced myself to stop at 30 in the 3rd, and did the final set unbroken. The v-ups were done without stopping. Finished in 12:05.
