Fat Curls

Legs are a little weak and traps are sore for sure. Headed to the garage around 5pm.

Warm-up

5:00 Ski Erg – 1,004 meters

Overhead Squats: 5-5-X-1 Tempo

  • 2×45#
  • 2×75#
  • 2×95#
  • 2×115#
  • 2×135#
  • 2×145#
  • 2×155#
  • 2×165#

Decided to switch up the reps and tempo this week since it was pretty rough with 155# for a triple at 33X3 last week. Started in with the grip again. Very rough with 45 and 75 in close near jerk grip. Can’t get the bar back in that position. Gets so much easier by the 4th set. Not fully out to the collars again with the last set. Didn’t kill my wrists either.

Accessory

5 Sets

  • 12 Fat Gripz Barbell Curls (45-45-45-45-55#)
  • 15 Weighted GHD Sit-ups (15# Slam Ball)

I don’t think I’ve use these blue babies since I bought them. Might as well try to give these curls a boost since I feel so weak with them. My upper abs were sore for days after the weighted GHDs last weeks so keep up with them but switched up the stimulus a bit with more reps at a lighter weight.

fat-gripz-curls.jpg

Done in less than an hour and didn’t rush through anything.

Pre-Labor

Glad I took it easy yesterday.

Warm-up

  • 3×10 Reverse Hyper (160#)
  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • Shoulder Stretching

Accessory

6 Sets

  • 3 Weighted Pull-ups (35-40-45-50-50-50#)
  • 10 Decline Push-ups (2×12, 4×16″)

Can’t remember the last time I’ve done a weighted pull-up. Seemed harder than it should have been. The push-ups weren’t very hard, but something different.

Weightlifting

E2M 20:00

  • Power  Snatch
  • Hang Squat Snatch
  • OHS

Warmed up with a little work at 45-75-95#. Started with 105# on my first set. Increased by 10# up to 155#, then 160#, and finally the final 3 sets with 165#. Bringing the bar back down and getting a solid grip on it for the hang snatch was probably the hardest part; really felt it in that thumb area. I think the tempo overhead squat work is helping already. Felt more comfortable in the bottom position and the OHS felt like butter.

Conditioning

  • 200m Run
  • 40 T2B
  • 200m Run

Quick one. I went with sets of 5 toes to bars without much rest between, which served me well up until the final 5 reps where I went 1-2-2 I think. Finished in 3:38 with enough in the tank where I could still run hard the 2nd time around.

Midline

4 Rounds NFT

  • 30s Hollow Hold
  • 50 Double Unders

First hold was rough but was able to do each one without breaking. Each set of dubs were done unbroken too. Rested about 60-90 seconds between rounds. Abs are pretty sore from the weighted GHDs yesterday.

Got in some solid work but nothing crushing. Will be thankful for that with the workout that is planned for tomorrow.

Gold Star

Had taken the day off work to play our end of the year golf tournament. We only got through 7 holes before storms rolled in and it rained all day. So back home and worked out in the garage before 5pm.

Warm-up

  • 3×10 Reverse Hyper (180#)

Was pretty easy to setup and take down my contraption.

Strength: Safety Bar Squats

  • 10×65#
  • 6×135#
  • 3×185#
  • 3×225#
  • 3×245#
  • 3×255#
  • 3×265#
  • 3×275#
  • 3×285#
  • 3×295#

Lifting shoes but no belt. Second to last rep was a struggle so I started thinking too much and made my final rep pretty squirrely.

Warmed up for the metcon with 5 shoulder press + 5 overhead squats with 45# and 95#.

Conditioning

  • 10 Shoulder Presses (115#)
  • 15 OHS
  • 20 Push Presses
  • 25 Front Squats
  • 30 Push Jerks
  • 35 Back Squats

Same bar and load for each movement. One of my favorites to come back to because it tests you in many different ways. I’ve done it three times now, getting better each time.

  1. 4/15/13 – 14:03
  2. 7/21/14 – 13:34
  3. 9/3/15 – 10:33

Over a 3 minute improvement in the last year! I went 7 shoulder press, 3 presses then on to my back and in to 9 overhead squats, and then finished the last 6 OHS. Push presses were done 9-6-5, front squats 10-10-5, push jerks with 3 sets of 10, and didn’t put the bar down for the 35 back squats. Tried not to rest too much when I dropped the bar in between sets.

Jumped on the Air Dyne for a very easy 10 minutes to flush out the legs.

Check out some CrossFit elite doing this one…

First Amanda

First time I’ve been able to make it for a Saturday class in nearly 2 months I think.

Warm-up

  • PVC Pass-thrus
  • PVC Good Mornings
  • Air Squats
  • Bottom Squat Hold

Strength: 2 Front Squats + 3 Back Squats

  • 45#
  • 135#
  • 205#
  • 235#
  • 3 sets @ 255#

Nothing crazy compared to what I’ve done in the past. Solid positioning though.

Conditioning

“Amanda”

9-7-5

  • Muscle-ups
  • Squat Snatches (135#)

Went 3-3-3, 3-2-2, 2-F-1-1-1 on the muscle-ups. That first round of snatches felt like it took forever; I kept wondering if I missed counting some reps. With the extra rest I had to take during the round of 5 muscle-ups I was able to speed through the final snatches. Snatches were singles the entire way though. Finished in 9:26. My first try at Amanda last December was with a 10 minute cap and I still had 4 snatches left so this was a nice PR even though I haven’t been doing many MU or snatches lately.

Out in the garage around 6pm.

OHS: 33X3 Tempo

  • 3×45#
  • 3×65#
  • 3×85#
  • 3×95#
  • 3×105#
  • 3×115#
  • 3×125#
  • 3×135#
  • 3×145#

Started with the jerk grip again and slowly moved hands wider through the sets until I was touching the ends on the final set. Pretty unstable in those first few sets due to the grip width. Shaky at the end due to the time under tension and the load, but 10# heavier than last week with more sets.

Accessory & Aerobic

5 Sets

  • 10 Decline DB Bench Press (50# DBs)
  • 4:00 Air Dyne (AD2) in Z1

Figured I might as well combine these two to save time instead of sitting around doing nothing between the press sets. Wore the HRM to keep track and make sure I stayed in zone 1. Can you tell where I was pressing? 😉

2015-08-29-hr

Finished up with Crossover Symmetry Iron Scap.

Power Rowing

Played 18 last night and this morning, but rode a cart both rounds. Took a little nap before heading to the gym before 7.

Warm-up

  • 3×10 Reverse Hyper (210#)
  • Crossover Symmetry Activation

Strength

OHS (33X3 tempo)

  • 3×45#
  • 3×65#
  • 3×85#
  • 3×105#
  • 3×115#
  • 3×125#
  • 3×135#

I’ve been wanting to do these for the last couple months since my overhead squat has been in the shitter for the last 2 years. My shoulder stability hasn’t felt very good lately for a lot of movements. I started out with a jerk grip at 45#, and slowly moved my hands out each set until I was in my normal snatch grip for the final set.

Rowing Power Intervals

  • 1:00 @ 24 s/m
  • 1:40 Rest
  • 1:00 @ 26
  • 1:40 Rest
  • 1:00 @ 28
  • 1:40 Rest
  • 1:00 28+ (must be rowing full length)
  • 1:40 Rest
  • 1:00 Flat-out (full length not required)
  • 15:00 Rest then repeat

Same idea as last week, but 20 seconds less rest between intervals. Not sure what I was doing last week, but I was much faster in the first 4 of each time through and still able to hold on pretty well for that final one. Total of 3,166 meters this week compared to 3,088 last week. 26 s/m felt really good last week and still felt good today, but 28 s/m felt ever better.

rowing-wod-w3s2

I planned on some accessory work after, but I was spent.

So Sore

My legs have been so fucking sore yesterday and today. Sunday hit me hard and the 107 wall balls yesterday didn’t help.

Warm-up

  • 3×10 Reverse Hypers (210#)
  • Bottom Squat Hold
  • Hip, hamstring, calf, and ankle stretching

Strength

Pause Back Squats (2s in hole)

  • 5×45#
  • 5×115#
  • 5×185#
  • 2×225#
  • EMOM 10:00 – 2×245#

Good grind. Having been squatting much in the last month after a pretty good back tweak on vacation.

Conditioning

8:00 AMRAP

  • 1 Curtis P (95#)
  • 2 Snatch
  • 3 OHS
  • 4 T2B

Not sure why, but I’ve always remembered a Curtis P being a squat clean so that’s what I did. Most results I’ve found through Google and a video from SealFit show power clean so I guess that’s what I’ll do in the future. Shit, some results even said it was a hang power clean. So who is right?

This felt pretty rough at the beginning with my legs so tight. I dropped the bar after the Curtis P since I had to reset my hand position anyway. Snatches right into OHS unbroken each round. Started out as a sub 1:00 pace, started to fall off, but then with 1:30 left I turned it on to catch up and get exactly 8 rounds. Had about 7 seconds after dropping off the bar, but that’s not enough time to get to the bar and complete a Curtis P, so I assumed the rest position.

5x

  • 100m Sprint
  • Walk back to recover

Again, pretty tight in the first sprint, but felt pretty good after that. My shoes felt a little odd after wearing lifters for about 40 minutes.

Rest day tomorrow to golf!

New Bar

Walked 18 on the course yesterday and had an adjustment at the chiro. My hips were shifted with the left being lower. Could have been what caused the tweak to my left low back area. Hasn’t affected sleep at least so not as bad as the last tweak. Time to start hitting the Reverse Hyper every day I can. May build one for at home to use inside my rack.

Went in to the gym at 5:30. Warmed up with 3 sets of 10 on the RH with 210#.

OHS

  • 10×45#
  • 5×95#
  • 5×115#
  • 5×135#
  • 3×155#
  • 3×175#

Conditioning

3 Rounds

  • 1:00 Row (calories)
  • 1:00 Ball Slams (20#)
  • 1:00 Push Press (40# DBs)
  • 1:00 Knees to Elbows
  • 1:00 Rest

Subbed out wall balls for K2E and used dumbbells for a change of pace with the push presses, which got super hard. I did 20 cals on the rower each time and went unbroken on ball slams, which is why I decided to use the 20 instead of 25#. Got a total of 85-81-81 reps, so stayed consistent each round.

Accessory & Midline

5 Sets

  • 25/25m Sled Drag (25# + 180#)
  • 1:30 Plank

Walked into the gym, started the clock and right back out after time was up each round.

2 Sets

  • 20 Reverse Hypers (210#)

Nice back pump there. After doing some e-stim before going to the gym the area that’s bothering me almost feels like a bruise to the touch. Different than what has happened any other time. Will need to keep an eye on it.

Arrived home to see my new toy delivered in the driveway. Had ordered the Yoke Bar from EliteFTS almost 2 months ago when they ran an awesome special on it. I’d been wanting one so couldn’t pass it up. Will have to try it out Saturday night.

bars

And Reverse It

Finally was able to sleep past 7. Still went to bed late, but felt good to get some solid sleep. Warmed up with some yoga type stuff and OHS stuff with a training bar.

Strength

Overhead Squats

  • 5×45#
  • 5×95#
  • 3×115#
  • 3×135#
  • 3×155#
  • 3×175#

I haven’t been able to finish a triple at that weight in quite some time. Not sure what has been going on with my mobility. Felt pretty good, so bummed I didn’t have more time to go up 10 or 20#.

Conditioning

6:00 AMRAP
2-2-2-4-4-4-6-6-6…

  • Power Cleans (135#)
  • Handstand Push-ups

I did all of the power cleans TnG unbroken. Unbroken on HSPU through the 4s and then sets of 3 at a time. Finished the 2nd round of 6 cleans and got 3 HSPU.

Rest 2:00, and then reverse the ladder starting with the round you left off in. Different movements.

6-6-4-4-4-2-2-2

  • Deadlifts (185#)
  • Toes to Bar

All unbroken. Took me 2:44.

8 Rounds (Tabata)

  • 20s Wall Balls (20#, 10′)
  • 10s Rest

I was slow. Only 9 reps each round.

2 Mile Test

Warm-up

  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • Shoulder stretching
  • OHS – 6×45#, 6×75#, 6×95#

Conditioning

12-9-6

  • C2B Pull-ups
  • OHS (115#)

Over the course of the week I toyed around with different rep schemes before finally settling on this one. Worked out great. Was a solid little burner. I went 12, 5-4, and 3-3 on the C2B. They got really hard after the OHS. Fought to get every set of squats unbroken. Finished in 3:07.

Accessory

6:00 EMOM

  • 8 Weighted Step-ups (2×26# KB, 20″)

* Light enough to put all weight on foot that is on the box. Do not push off the ground with the other leg.

If I would have gone any heavier I think I would have been pushing off with my other leg. This allowed me to focus on working the one leg.

Run Every Day

2 Mile Run

We rarely ever do “longer” runs in CrossFit, so I figured I’d get in my run for the day and have everyone share in the fun. I started out a little too hot, but fell into a decent pace during the first mile. RunKeeper (log) said about 7:26. I started falling off in the 2nd mile, but tried to make up for it in the last 1/4 of a mile. Finished the 2 miles in about 15:18. I would have liked to be close to 14:30, but not too bad. Curious how different my time would have been if we ran first thing.

Midline

8 Rounds

  • 15s Hollow Rocks
  • 15s Rest

Changing up instead of 20/10s was much better. Allowed me to keep going throughout. Got 11 reps ever round for 88 total.

Hips Don’t Lie

IMG_5968It has to be the running that is making my hips feel like they are. Could probably use some stretching. They don’t hurt or anything bad, but definitely something new. HRV dropped into the orange again this morning from the combination of that tough workout yesterday morning and the evening run. Wednesday isn’t typically very intense though, so I should recover. I’ve dropped 4 pounds in 4 days after getting back to eating the Paleo meals. Feeling better already.

Run Every Day

Got up and went 1.71 miles in 16:23. 10 days in to this June running experiment. I still don’t enjoy it.

Got to Intuition after 6 for the Wednesday night session. Warmed up with Crossover Symmetry Activation and a 1,000m Row. Didn’t feel the hips as the day went on. Maybe it’s mostly a morning thing.

No B.S. Bench Press – Cycle 2 Week 7

  • 10×45#
  • 5×135#
  • 5×185#
  • 5×215#
  • 3x5x230# (PR)
  • AMRAP 205# – 13 reps

Used a very short pause on the first three sets. I went 5# over the recommendation for the working sets as I did in the first cycle as well. So that’s a PR set three times and then I beat my AMRAP set by a rep as well. Got ugly on the final 2 reps of the working set, but made it.

Power Snatch + Squat Snatch

  • 20kg
  • 40kg
  • 60kg
  • 70kg
  • 75kg
  • 80kg
  • 83kg
  • 85kg

Got a little mental on the squat snatch with 85. I hit my right knee on the way up and then was up on my left toe, but had the bar locked in place solid so was able to hold on. The most I’d done for a squat double was 80 before hitting that. All of the power reps felt really solid. Hopefully can put up a nice PR next Saturday.

OHS

  • 3x70kg
  • 2x80kg

I haven’t hit heavy OHS in well over a year, so figured I’d try. Each time I do this, I can’t keep it stable and start to feel it in my low back. Same fucking thing today. I’ll have to take a video or have somebody watch me next time. So after missing the 3rd rep with 80 I shut that down; no need to hurt my back.

10:00 EMOM

  • 2 Power Clean & Push Jerks (205#)

Class had 8 minutes of 2 programmed today, with increasing weight. Those are always fun and it’s been awhile since I’ve done something like that. After the OHS fail, I saw a loaded bar already out, so decided to hit it. After 8 I said fuck it and made it 10 rounds. I wasn’t standing up any of the cleans, right into the push jerk without a re-dip, so I guess they were what Catalyst might call Power Clean Jerks (no “&” in there). I actually thought I was using 195# for some reason and noticed it was 10# more when putting everything away. Bonus!

Midline

10-20-30-20-10

  • Sit-up
  • Russian Twist (53#)

Jumped in with the class on this. Went unbroken in 4:45. The round of 30 twists sucked balls!
