Garage WOD

My buddy Mo came up for a couple of days to visit and wanted to try some CrossFit. Today we worked out in my garage with the limited equipment I have.

Warm-up

Tabata Mash-up

  • High Knees
  • Plyo Lunges
  • Butt Kicks
  • Mountain Climbers

If you aren’t used to the intensity, this can be a tough 16 minutes, but he hung in there. Plyo lunges were fun in a Tabata.

WOD

4 Rounds

  • 1m Man Makers
  • 1m Air Squats
  • 1m KBS (Russian)
  • 2m Rest

We alternated who started with Man Makers and who started with KBS, but always kept Air Squats in the middle. Doing Man Makers first and KBS as the 3rd exercise was definitely easier. We counted total reps for each round, so this was like 4 mini-WODs in one. I got 82, 81, 68, and 73 reps in my rounds. I had 4 Man Makers for each of the first three rounds, but only managed 2 in the last one, due to time lost in transition. We used my 50# KB for the swings and went with 45# DBs for the Man Makers. That’s a nice jump for me and was challenging.

I used a 25# DB for the Russian Twists and Mo actually did leg lifts instead because of a lower back issue. Time to complete that was 6:24.

One Month Paleo Challenge

We’re doing a one month Paleo Challenge at Survival Fitness. Everyone has to keep a food journal to work on a point system. You get 5 points to start the day. Bad things like a cheat meal or alcohol are negative points, but you can ears extra points by doing a WOD at the gym, getting 8 hours of sleep, or drinking 1/2 your body weight in ounces of water. Everyone has their body fat taken at the beginning and does a benchmark WOD. We’re going to randomly be put on teams. Scoring is 50% body fat change, 25% WOD improvement, and 25% food journal points.

It was only $25 to join and I need something to get me on track to those abs I want, so I figured being part of a team will hold me more accountable. So I get to class, weigh myself, and have my body fat measured with the handheld device. It read 12.3%! Yeah right! If I was that low you’d already be seeing my abs. The Withings scale puts me consistently at 16-17% which is more realistic. With such a low starting number, I won’t be winning the body fat portion of the competition so I’ll have to make up for it in the other parts I guess.

For the Paleo Challenge benchmark, we did 5 different AMRAPs and totaled up our reps. We partnered up so that we could count each other and get a bit of rest.

I did 82 burpees, 77 wall balls (20# MB), 101 air squats, 76 KBS (53# KB), and 67 sit-ups for a total of 403 reps. Doing the air squats right after wall balls was the worst and my score showed compared to others in the class. I pushed pretty hard, so it’s going to be interesting to see how my numbers come out a month from now.

Update: After all classes finished for the day, I had the 4th best score.

Walk it Out

Feeling nearly back to 100% today after getting in the workout yesterday and a good night’s sleep last night.

I used 35# DBs for the lunges. Whipped through them in round 1, but that caught up to me real quick and I had to take a rest during the rest of the rounds. I started off touching my knees to the ground on each lunge, which turned out to be a mistake because it ends up being a lot of pounding on the knee. I could really feel it as I got into rounds 5 and 6 so I only tried to get down as far as I could without hitting the ground. My total time was 23:42.

I’m getting better and better at pull-ups and (knock on wood) I haven’t ripped a hand wide open in quite some time with kipping pull-ups. A big part of that is learning when not to push too far and get off the bar to take a short rest. I need to learn how to do butterfly pull-ups now.

Strength

Walking sled pulls with three 45# plates on the sled.

Did a down and back holding a chain between our legs. The length was about 30-35 feet in each direction. I think I did 5 or 6 rounds, but didn’t keep track. This was my first time doing anything with a sled. It didn’t feel too bad for a while, but as the rounds went on I could really feel it. Then I got home and could feel it even more!

Sweat Me a River

The humidity is picking up and so is the temperature. Just over 80 degrees tonight during class. I need to make the switch to mornings, but there are some good athletes that go to the 4:15pm or 5:30pm classes, which makes you push harder.

Yes, that’s a run to start and end each round, so you end up running a couple of 400s unless you take a break between rounds. I used a 55# KB for the swings (American) and a 71# KB for the SDLHPs. Doing that many ring rows was the biggest trouble for me. I had to split them up into sets of 5 for the most part and even some smaller sets. My hands are hurting from earlier in the week and I still have a good blister from the 350 Russian KBS the other day. I finished in 29:37.

Strength

Work up to a 1RM Clean and Jerk, doing 1 rep each minute. My sets were 135#, 155# 165#, 175#, 180#, and 185#. I did a full clean on the last two reps and on my last jerk my split was so small I’m not even sure you could call it a split. I had to muscle it up because I didn’t get under the bar. That’s a 5# PR on the clean, 15# PR on the jerk, and 20# PR on the combination. Not a bad day at the gym!

Even though I worked out or ran Monday through Friday, I still put on 5 pounds during the week due to all of the food and deserts I ate at the work meetup in Florida. I’m home now so will get back to Paleo and should be able to drop the weight by the end of the week.

Today was my first workout at the new Survival Fitness location. The pull-up rig is much nicer than the moving bars at the old location, because this thing doesn’t budge.

The workout calls for 40# DBs, so that’s what I used. The split cleans ended up being much harder than expected. I split them up into 3 sets of 5 during every round. In the first round I knocked out 15 kipping pull-ups in a row for a new unbroken PR (beating 12 as my previous best). I finished in 21:13.

For the rest of the class we did some mobility work.

Bring Some More

After not getting a ton of sleep for a few nights in a row, I finally got to bed early enough for a solid rest. My legs are sore from the 4 mile run and walking 18 holes of golf yesterday, so I went to a night class at 4:15p today.

I used a 55# KB for the swings. I’m starting to get a better kip with the T2B, but have a hard time getting it started without a big swing after the first rep. I think the max I could get in a row was 5 before my grip started to fail. I finished in 12:21.

WOD #2

50-40-30-20-10

  • Star Jumps
  • Sit-ups

Compared to jumping jacks, star jumps are on a completely different level. I was able to do all rounds of sit-ups unbroken. Finished in 8:16.

Strength

5×5 Deadlift

There was still time left in class, so some of us started on some deadlifts. We actually ended up doing 6 sets. The weights were 135#, 225#, 265#, 285#, 290#, and 300#. Felt pretty good, especially considering I set my 1 rep max at 315# a few weeks ago.

That may be the most work I’ve done in one workout, but I felt great today and absolutely killed it.

Since I worked out later yesterday it would have been a short rest to hit a morning class, so I went to the 5:30pm again.

I had only done “Angie” once before, nearly 4 months ago. At the time I did all jumping pull-ups and some kneeling push-ups to finish in 35:10.

Today I performed everything as prescribed, doing kipping pull-ups the whole way and all normal push-ups. I didn’t even rip my hands on pull-ups, so I’m getting better at recognizing when I’m close and readjusting my position or taking a break. I broke the pull-ups down into pretty small sets. It took me just under 12:00 to complete the pull-ups, which is by far the longest part of this WOD. I started out strong on push-ups, but was breaking them into sets of 2-4 at the end to get through. For squats I started out with 2 sets of 20 and then pretty much did 10s the rest of the way. Sit-ups were pretty easy and I knocked those out in 50-30-20.

My total time was 24:42, which is over 10 minutes faster and that’s even doing everything as it should be done!

For example if the K♣ comes up you do 13 goblet squats. If any Jack comes up, another card is flipped. If the next card was the 9♠ that would be 2 x 9 = 18 (since swings already double the rep count) and then double it because of the jack for 36 swings. The is always one minute unless a jack is involved and it would become 2 minutes. If you picked the A you wouldn’t have to do 14 minutes!

In 45 minutes I completed 47 cards. Only had 5 left! The last time we did a deck of cards it was a 40 minute limit and different exercises, but I only completed 30 cards.

So…for example when a King of diamonds came up we did 13 ring rows. If a jack (any suit) comes up, another card is flipped. If the next card was the 9 of clubs that would be 9 x 2 = 18 Now and Laters, which themselves consist of 4 lunges, so we would have 72 lunges! As you can see, things add up fast. Oh, and plank is always one minute unless a jack is involved and it would become 2 minutes. If you picked the ace of spades you wouldn’t have to do 14 minutes of plank!

In the 40:00 time limit I finished 30 of the 52 cards. High counts (not total for the workout) were 68 lunges (42 another time), 42 burpees (I think it was 3 hearts in a row), and 28 ring rows. Somewhere is the middle of the WOD I switched from plyo lunges to regular lunges.
