Shoulder to Overhead Volume

Almost stayed in bed this morning. I woke up in the middle of the night with sore hands from the rowing and was a little beat. But I hauled my ass in for the 9am to get it done.

Warm-up

  • 20/20 Arm Circles (10 forward, 10 back)
  • 20 Behind the Neck Band Pull Downs
  • 20 Diagonal PVC Pass-thrus
  • 15 HR Push-ups

Strength

Shoulder Press 5×1 @90%+

  • 10×45#
  • 5×95#
  • 3×115#
  • 1×130#
  • 1×135#
  • 1×140#
  • 1×145#
  • 1×150#

Scaling all of my lifts back to make attempts. Hopefully the strength will come back soon.

Accessory

20:00 EMOM

  • Odds: 30s Hollow Rocks
  • Evens: 10 Push Jerks (115#)

I was shaking in the first round of hollow rocks, but hung on and made it through every round without taking any breaks. That gymnastics class is paying off big time. The push jerks were easier than I expected. Was able to go unbroken every round in 15 seconds.

Rest 3:00, then…

Conditioning

7:00

  • 4 Wall Balls every 15s (10′, 20# MB)

We choose from 3-5 to do. 4 was tough and I’m not sure I would have made it with 5. I didn’t drop the ball at all; rested it between my chest and the wall. Total of 112 wall balls.

Rest 1:00, then…

1:00 AMRAP

  • Burpees

Had 10 with 25 seconds left and then put the pedal to the metal to get a total of 19, just a split second shy of getting #20 under the buzzer.

I didn’t realize how much shoulder to overhead work that was.

3 Hours Bro

Over to Kevin’s garage for a 3 hour training session tonight.

Warm-up

3:00 Air Dyne

OLY

3 Position Halting Clean Deadlift

  • 2 x 3 @ 135#
  • 3 @ 155#

High Hang Cleans (Power Position, no dip)

  • 5 x 2 @ 135#

These two position pieces really helped my feel. My cleans have felt pretty terrible lately. Even my setup position is feeling better after forcing myself to stay over the bar, but get in a more upright position.

Warmed up the shoulders with 5 x 45# shoulder press, 5 x 45# BTN press, and 5 x 45# split jerks.

Power Clean & Jerk

  • 2 @ 135#
  • 5 x 1 @ 155#
  • 5 x 1 @ 185#

Tried not to go 100% on the jerks because they felt terrible when I did and I don’t need to at these weights. Also worked on slowing down the first pull and pushing the knees out instead of having them cave in on me after the bar gets by them.

Push Presses

  • 3 @ 155#
  • 3 @ 165#
  • 3 @ 175#
  • 3 @ 185#
  • 3 @ 190#
  • 3 @ 195#
  • 3 @ 200#
  • 3 @ 205#

That’s a 20# PR on my 3RM and just 10# under the max I set about 5 weeks ago.

Gymnastics

Alternating Tabata (4 each)

  • Hollow Rocks
  • Pull-ups

Did 16-13-12-10 on the pull-ups. Didn’t drop from the bar in the first 2 rounds.

WOD

3 Rounds, Follow the leader style

  • 500m Row
  • 21 KBS (53#)

So we got some rest after completing the KBS each round. Pulled about a 1:46 pace for each 500 and all of the swings were unbroken.

A Main Site WOD

In at 10 with Matt again. Walking up/down stairs is feeling better today.

Warm-up

500m Row

Strength

  • 3 Shoulder Presses at 30X1 tempo
  • 10/10 KB Rows on Bench

45-95-115-120-125-130-135 for the shoulder presses and 48-48-53-62-62-71 for the rows.

3 Rounds

  • 10 Back Squats w/ empty 45# bar
  • 30s Plank

Just a little something to get the knee moving.

WOD

This gem is today’s crossfit.com WOD. Might be the first time I’ve ever used one on the scheduled day.

15:00 AMRAP

  • 250m Row
  • 25 C2D Push-ups

Lost about 10-15 seconds in the middle due to weird bump noises from the rower, which I think just ended up being dirt on the track. Did 6 rounds plus 126m. All sets of push-ups were 5 or more.

Finisher

Tabata

  • 6 rounds of Hollow Rocks
  • 2 rounds of Supermans

I was already having to break in the 5th and 6th rounds of hollow rocks, so switched to supermans to finish it out. The hollow rocks were horrible!

Work Your Back Side

Feeling great after the workout yesterday. In at 10am this morning and trained with Michelle and Kevin.

Warm-up

  • 500m Row
  • PVC Pass-thrus
  • 2 x 3/3 Turkish Get-ups (35# KB)
  • 10/10 Leg Swings (F-B, S-S)

Strength

10:00 EMOM

  • Odds: 10 RDL (225#)
  • Evens: 5 Pendlay Rows (145#)

WOD

5 Rounds

  • 3 Deadlifts (345#)
  • 5 Over-the-bar Burpees
  • 7 HSPU

The deadlifts were brutal. Had to drop each rep. Finished in 6:54.

Core

5 Rounds (NFT)

  • 10 Floor Wipers (45# DBs)
  • 10 Hollow Rocks

My upper abs were on fire in those last couple rounds of hollow rocks. Hadn’t done floor wipers in a really long time, so was nice to do them for a change.

Finisher

10:00 Row trying to keep a 20s/m pace.

Unfortunately I was pretty much keeping a 18s/m pace. Good way to finish a good workout.

Jill’s 29th

I was planning to take a rest day. Kevin asked if I wanted to help come up with WOD, so he made up the warm-up and I did the WOD. After coming up with it, I knew it looked like fun and I had to give it a try. Matt came in and partnered up with me in the 11am class.

Warm-up

10-20-30-20-10

  • Russian Twists (30# KB)
  • AbMat Sit-ups
  • Weighted V-ups (20# DB)

This sucked! My midline got a good workout last night with the GHD sit-ups and pullovers, so finishing these was a struggle. Took 13 or 14 minutes.

WOD

Since it was Jill’s birthday, everything was based on her age and birthdate.

1983s (33:03) AMRAP
* Partners with one person working at a time

  • 29 Hollow Rocks
  • 29 Pull-ups
  • 29 DB Snatches (45# DB)
  • 29 Wall Balls (20# MB, 10′ target)
  • 12 Curb Runs (100m)
  • 1 High Five

We split things up pretty evenly and kept a great pace. This was the best I’ve ever done on pull-ups. I did 14-14-14-15-16 of the pull-ups and all rounds I did unbroken. The most kipping pull-ups I’d done in a row was 15 before today. We ended up with the best score of the day by getting 4 full rounds and all the way through to 21 of the wall balls. When I made up the WOD I wasn’t thinking the run would be such a big portion of it, but it was probably about half of our time for each round.

One-arm Snatches

My back was still a little tight this morning, but feeling better than yesterday.

Warm-up

  • 400m Run
  • 3 rounds
    • 20 Hollow Rocks
    • 10 Supermans
    • 20 Russian Twists (50# KB)

Using the 50# KB for the Russian Twists was HEAVY, but worth it.

Strength

5 sets

  • MAX rep Pull-ups (on rings)
  • 2m Rest

I was able to do sets of 10, 6, 5, 5, and 4. The set of 10 is a new PR!

WOD

  • 100 Alternating one-arm DB Snatches (50# DB)
  • * 5 Burpee buy-in at the beginning of every minute, including the start

I did at snatches every single minute, only doing 6 for one or two minutes at the end with 8 or 10 for all of the other minutes. Finishing time was 11:49.

Finisher

50 K2E (on rings)

I didn’t time these, but took very little rest in between sets. I did 20 reps in the first set, beating my old PR of 10, and then did 3 sets of 10 to finish off the 50.

A lot of great work in this workout. Really liked it!

Paying the Price

The final tally for yesterday was over 30,000 steps. Wow! I’m not sure if there is a muscle in my entire body that isn’t sore today.

Warm-up

  • 400m Row
  • 2 Sets of 10
    • Wall Squats
    • Leg Swings (10 front to back, 10 side to side, each leg
  • 2 Sets of 15
    • Hollow Rocks
    • Superman

Strength

5 Sets, 3-1-X-1 tempo, rest 2-3 minutes between sets
5-7 Deadlifts

My legs were shot from yesterday. I think I’ve figured out that deadlifts are causing the tweak in my right ass (or at least preventing it from healing) because I can really feel it after I do a set and stand back up and walk away from the bar. I warmed up with some reps of 135# and then used 185#, 205#, 225#, 225#, and 225# for my working sets. I usually love deadlifts, but not today.

WOD

3 Rounds

  • 20 KBS
  • 150m Row
  • Rest the amount of time it took to complete the round.

Another CrossFit WOD that looks easy on the whiteboard, but packs a punch. It was kind of goofy because you had to do the calculations to figure out rest time (as you are trying to rest and record your time on the board) and when to start your next set. I used a 53# KB and did my rounds in 1:21, 1:22, and 1:21. Consistency is the name of the game in a WOD like this. I wish I was consistently faster.

Only two more days until the first Open WOD is announced. I hope they start with something where I can do all of the exercises.

The Early Leader

Feeling pretty good this morning even though I didn’t get quite as much sleep as I would like last night. The right ass continues to have that tweak and the soreness is spreading a bit. I hope it’s from the tennis ball work I’ve been doing on it.

Warm-up

  • 400m Row
  • 2 Sets
    • 10 GHD
    • 10 Hip Extension
    • 10 SDLHP
    • 1m Plank

I used a 53# KB for the SDLHP. It’s been at least a couple of weeks since we did any planks, so I was a little shaky.

Strength
4 Sets

  • 4-6 Shoulder Press, 2-0-X-1 tempo
  • 90s Rest
  • 20-30 Hollow Rocks
  • 90s Rest

For shoulder press I did 95# for 6 reps, 105# for 6 reps, 115# for 5 reps, and set a new PR with 125# for 2 reps. After the first set, Emily let me know my elbows should be out in front of the bar at the bottom, which would help me to push straight up instead of out in an arc. After concentrating on that in the 2nd set, the weight was easier than the first set. This was the first time I’ve done hollow rocks and let me tell you, they really do some work! I struggled to get to 20 each set and there was no way I was getting to 30.

WOD
5 Rounds

  • 10 DB Ground to OH
  • 200m Run

This is my kind of WOD! I used 30# DBs and finished with a time of 7:41 to get the early lead on the board. I’m sure someone will crush it in the night classes, but I’ll enjoy it for now.

It’s been a great week with some awesome stuff happening at work and in the gym. I also ordered a new set of golf irons last night, which is always fun. So I’m going to go hog wild to celebrate and order a pizza as soon as they open in 10 minutes. Nom nom nom!
