Heat It Up

Planned to go to class today, but when I heard burpees (80) were on the menu again, I had second thoughts. When it started snowing, the decision to stay home and heat up the garage was easy. Picked a workout I haven’t done in 3.5+ years.

Warm-up

  • Crossover Symmetry Activation
  • 2 Sets
    • 9 Deadlifts (45#)
    • 5 Step-ups (24″)

Conditioning

15:00 AMRAP – CrossFit Games Open Workout 11.2

  • 9 Deadlifts (155#)
  • 12 HR Push-ups
  • 15 Box Jumps (24″)

Did all box jumps with step or jump down. Not rebounding made a huge difference from my previous score of 10+6. Only got through 8+14 today. The push-ups were probably considerably slower too, since I weigh a lot more. Only time I really stopped though was during the push-ups. I split them up to 7-5 each time.

That’s all for today. Don’t always need 3+ sections to a workout session.

In Early

Got to the gym just after 10 to get in the strength lifts from the next lifting day since the workout I programmed for class didn’t have any weights involved.

Warm-up

  • Crossover Symmetry Activation
  • 3 Sets
    • 10 Reverse Hypers (210#)

Shoulder Press

  • 5×45#
  • 5×95
  • E3M
    • 10×125
    • 8×135
    • 6×145
    • 4×152.5
    • 3×160

I put on the belt after the set of 10. Was really over-extending a lot today, which is not great for my back. It was a struggle so I cut back 2.5# off the final set too.

Front Squat

  • 6×45#
  • 6×135
  • 3×205
  • 3×235
  • E2M – 7 Sets
    • 3×260

Put on the belt with 205 maybe? Felt solid. Could tell my power draining in the last few sets. Glad those lifts are done. Hopefully tomorrow I can knock out the other half of the week 4 day 1 work.

Class Warm-up

  • Ladder Footwork Drills
  • 20 PVC Passes

Gymnastics / Accessory

21:00 EMOM

  • 3 Muscle-ups
  • 12 V-ups
  • 8 Box Jumps (30″)

Felt a lot more fluid on the muscle-ups today. Slower and controlled on the v-ups so they wouldn’t aggravate my back.

Conditioning

  • 20 T2B
  • 15 HR Push-ups
  • 30 Air Squats
  • 15 HR Push-ups
  • 20 T2B
  • 15 HR Push-ups
  • 30 Air Squats
  • 15 HR Push-ups
  • 20 T2B

Nice little chipper. I put on my new-ish grips to save my hands since the lifting has really been beating them up. Did all sets of 5 on toes to bars except finished with 5 singles. Took me 8:55.

Finisher

  • 400m OH KB Carry
    • 200@70#
    • 200@53#

The seventy pounder was way too heavy!! Went inside quick and swapped it out. Still not easy. I think I should be doing something like that more often because it was a struggle, though hard to say how much all of the other work affected it I guess.

Golfing this afternoon in a cart and will do a 20 minute ROMWOD tonight and probably e-stim my back a few times too because it’s already feeling tight.

Applegate Island

Chilly day yesterday, but I did get out for 18 holes. Ride in a cat since it was also missing.

Finally calm today, though a little chilly in the morning, but wanted to go out to an island using the kayak we bought for Dad. Went all the way around the island and back, which ended up being 2.13 miles and took 37:40.
2016-07-16-kayak.png

Surprised my arms and back didn’t get tired. Didn’t stop except to remove the sweatshirt from under the life vest.

Wanted to hit the legs in the afternoon.

5 Rounds

  • 20 Air squats
  • 10 HR Push-ups
  • 10 Lunges
  • 10 Hollow Rocks

5 Rounds

  • 20 Lunges
  • 10 HR Push-ups
  • 10 Air squats
  • 10 Hollow Rocks

It was supposed to be 10 rounds but I caught myself at about 15 lunges to start round 6 so flip-flopped the movements for the second 5 rounds. Go with the flow! Good mix of stuff. Took me 15:41.

At Grand Lake

Took a rest day yesterday and drove up to the lake for a week with the family.

After waking up this morning I went out for a 2 mile run. Felt like I had ankle weights on for the first half mile. Managed a 15:30 which is my best time of the year. Walked a half mile back to the cottage.

Rested a bit and then did 100 hand release push-ups. Was super slow, taking me 7:25!

Thrust It

Finally over the soreness from 16.4. Went to the 5:30 class.

Warm-up

  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • PVC Pass-thrus
  • Arm Circles
  • Shoulder Across Chest Stretch
  • Air Squats
  • High Knees
  • Zombie Kicks

Strength – Shoulder Press

  • 6×45#
  • 6×75
  • 6×95
  • 6x6x115

Conditioning

10 Rounds

  • 3 Power Cleans (135#)
  • 5 HR Push-ups
  • 8 Wall Balls (20#, 10′)

Didn’t push the pace though Bryan seemed to think I did. :-/ Finished in 9:17.

Accessory

4 Sets

  • 5/5 Kroc Rows (53#)
  • 5 Ring Rows

Yes! Able to do Kroc rows again without any pain in my shoulder. Kept it light though.

Lifting – Thruster

Wanted to get in some heavy-ish cleans after class in case we have a max of some sort as part of 16.5. Didn’t really want to jerk, so figured I’d thruster them.

  • 2×185#
  • 1×207
  • 1×218
  • 1×233
  • 1×244
  • 1×253 (PR)

The boys were already over 200 so I jumped in and worked up fast. They were combining pounds and kilos on the bar which is always confusing.

I was actually feeling more tired than I expected from the workout. 80 wall balls will get you no matter what. Made the 3# PR, so called it good even though I had been thinking about continuing with cleans after I hit a big thruster.

Hotel Room Work

Will try to stay on Eastern time through the week to make transitioning home easier and I have some early morning running and stuff planned anyway. Knocked out some stuff in my room this morning. No shoes, rubber floors, or anything fancy. Put in reps. Took somewhere between five and ten minutes between each piece.

100 Hand Release Push-ups

Started out with sets of 5 for as long as I could sustain. Had 50 done around 2:10 or so but then it was a struggle. Took me 6:03, which is a far cry from my 5:04 PR in March of 2013.

150 Air Squats

Didn’t stop, but the pace slowed quite a bit. Took me 5:15.

Tabata Hollow Rocks

They always start out so well until about the 4th round. Got 112 reps.

Better Back

Went out and walked a quick 9 holes late last night in the heat and then got a decent sleep again. Back was stiff and had a few pain shots getting up and just after waking up. Feels pretty good once I get moving though. In for Super Sunday after missing last week.

Accessory

12:00 EMOM (alternating)

  • 8 Step-ups (2×35# KBs, 20″)
  • 10 Reverse Hypers (210#)

Conditioning

  • 50 C&J (135#)
  • * 1:00 work/rest until finished

I did the first 10 touch-n-go and then got 5 more in that first round. Did 5 touch-n-go in the second minute and then 7 more. Dropped all the rest, going 12 and 11 in the last two, to finish at 6:49, including the 3×1:00 rest. I did wear the belt to help with my back and it felt good.

I was trying to think of what would be a good time for this and kept coming back to 5 rounds. I thought the pace would drop off a lot more after the first round, so I was pretty happy to get done in 4 rounds with time to spare.

30-20-10

  • HR Push-ups
  • Goblet Squats (53/35#)

I did sets of 6×5 push-ups, 20-10 squats, 5×4 push-ups, 12-8 squats, 6-4 push-ups, and 10 squats to finish at 5:47.

Midline

10 Rounds

  • 20s L-sit
  • 25s Rest

We did 8 rounds a couple of weeks ago, but it was the first thing of the day. Tough going today. I did the first 5 on rings, then 2 hanging from the bar, and finished with a fight for the last 3 on the rings.

Not Improving

Another rough night. Almost seemed worse because I expected improvement. Played 9 holes of golf yesterday with my Dad and had no issues whatsoever. The worst part was carrying my clubs to and from the car.

I had planned a run for today but pounding the pavement probably would not have been a great idea. Rainy and chilly this morning so didn’t want too stray too far from the cottage.

400m Walking Lunges

Loaded up another episode of Foucher’s podcast and was determined to get this done much faster than yesterday. Did it by over three and a half minutes in a time of 17:32. Non-stop both days.

50 HR Push-ups

Was going to go for 100, but was feeling really fatigued early even though I was only doing sets of 5. Didn’t do push-ups yesterday, but the accumulation from the week hit me. When I was approaching 50 and knew I was nowhere near my best, I decided to call it a day (or morning). I was already struggling. Took me 2:39.

Hopefully the weather clears up and we can get out golfing tonight.

Rings & Rowing & Running

Didn’t get in a morning run. This diet needs to change today! Went to Intuition at 9.

Warm-up

  • Crossover Symmetry Activation
  • Bottom Squat Hold
  • PVC Good Mornings
  • Air Squats

Strength

Deadlift

  • 5×45#
  • 5×155#
  • 5×245#
  • 5×295#
  • 3×315#
  • 3×335#
  • 3×365#
  • 3×385#

Felt pretty good. Not going to push it and get hurt again. Slow and steady progress.

Conditioning

Part 1:

  • 2-3-4-5-6 Muscle-ups
  • 2-4-6-8-10 HR Push-ups

Part 2:

  • 10-8-6-4-2 T2B
  • 10-8-6-4-2 Goblet Squats (53#)

Trying to do 2-4-6-8-10 with MU would take me a really long time. Cutting back to 20 total reps was a wise mood and still a challenge. I took a little walk in between my MU sets in those last two rounds so I wouldn’t stare at the rings and jump up too fast. I did my sets as 2, 3, 4, 2-2-1 (tried for 2-3 but failed the last one), 2-2-2. I was done with the first part before 6 minutes I think. Lost my grip on T2B after 8 of 10 and then my hips kind of died from the muscle-ups at the end of the round of 8 when I went 5-3. Finished in 9:40. Other than the open workout, that’s the most muscle-ups I’ve done in a WOD I think.

6 Rounds

  • 45s Row
  • 1:00 Rest

Hit 235 meters for the first 4 rounds, then 231, and pushed it for 245 on the final one. I was on a rower by myself so didn’t have to get off, but my ass was burning when I finally did.

Run Every Day

Went out in the afternoon for a break from work. 3.83 miles in 37:22. Didn’t wear the HRM since it was hot out and didn’t want to create more tan lines than I already have from golfing. It’s hard for my personality not to be concerned with pace, but it’s also kind of relaxing. Feeling better and better with running skill improvements each time out.

Busted Knee Caps

Ahh, Tuesday mornings I get to relax a little when I wake up since we squat in CrossFit class. Thought I really do enjoy getting straight to the squat rack after I drink my protein.

Warm-up

  • Crossover Symmetry Activation
  • 100 Walking Lunges
  • Bottom Squat Hold

Strength

Pause Back Squats (3s in the hole)

  • 10×45#
  • 5×135#
  • 5×185#
  • 5×225#
  • 3×255#
  • 3×275#
  • 3×295#
  • 1×315#
  • 1×325#

I had planned the triples to 295#. Felt good, so went for a couple of singles. Some days you have to roll with it.

Gymnastics

E30S 5:00 (alt)

  • 3 MU
  • 2 MU

I knew I wouldn’t be able to go with 3s all the way so this seemed right to try. I almost called it quits after 4 minutes because I was dying. Fought for the 3rd rep in that 9th set. Took a few extra seconds before starting the final set of 2, but missed the last rep! 24 muscle-ups in under 5 minutes though. Volume is increasing.

Conditioning

10:00 AMRAP

  • 8 Deadlifts (95#)
  • 4 Curtis P (95#)
  • 8 HR Push-ups

I coasted through this morning. In the second round when I went to take the deadlifts into the first squat clean not really sure what the fuck I was doing, but I pulled the bar in to my legs and smashed myself right under both knee caps. Hurt like a mother fucker! I actually had to walk away and shake it off. I dropped every Curtis P today. Finished 5 rounds plus 8 deadlifts, and 1 Curtis P.

Did Crossover Symmetry Iron Scap and headed home.
