Workin’ the Clean & Jerk

Needed to work on the C&J but especially the split jerk since I haven’t done them in a while and there is a ladder in the competition next weekend. In at 10am.

5:00 Jerk Footwork Drill

First time doing this and I think it really helped me get a feel for it.

I also did some jerk drills with an empty bar holding it at eye level, up on the toes, then jerking from there.

I took my time on the doubles, probably resting 2-3 minutes between each set. Then I was going to go EMOM for the singles, planning for 5 lifts. But after hitting 215# I figured it was a good idea to slow down a bit and test my limit. The lifts actually got easier the higher I went. After setting 2 easy PRs I said what the hell and jumped 10# for a final attempt. The clean was so much easier than the 250# I cleaned a couple of weeks ago for a PR.

Wanted a little short one because we’d already been there over an hour and a half. Went 3-47 on DU in the first round, but missed a bunch in the second round and then had Michelle out in front of me, so I sprinted trying to catch up. Finished in 3:37.

Epic Session

My hamstrings are pretty sore from doing the RDLs yesterday. Need to do those more often and pay more attention to the hamstrings. Went it an 10:30 this morning and we had a big group. Best session we’ve ever had.

Still fighting that right arm flaring out, but when I keep it in, it’s money. Matches my 3RM for regular grip bench press, so maybe I’m back on the upward swing.

WOD

Wanted to try the 100s workout from Regionals, but not quite for that long, so we dropped the reps to 50s. Still brutal.

  • 50 Alternating One-Arm DB Snatches (60# DB)

Did the wall balls as 25-25 without a problem and then did 5 C2B at a time through 20, with one 4 and the rest 3s. Tried to get 6-10 pistols at a time and started doing the foot hold to keep myself from tapping the foot on the ground. Worked well for the first time trying that. Then survived through the snatches. They used 70# at Regionals. My time was 16:28 and I feel pretty good about it, but Froning did 100 reps of each with a heavier dumbbell in just over 19 minutes. Think about how sick that it!

Partner It Up Times 3

Feeling a little sore from yesterday, mostly in my upper chest and shoulder area. Abs are pretty sore from the 150 sit-ups too. Went it at 11am today.

It was a 3 part partner WOD, with each part having a 6:00 time cap. Each partner does the pacing element once and then you switch. Rest the remainder of the six minutes. I worked with Kevin.

Stupid screen on the rower turned off right before we started, so I did a bunch of extra distance. We got 105 reps, with Kevin getting 54 and me 51. I did mine in sets of 25 and 26. Kevin whooped my ass on the rower as usual. I think I kept around a 2:00/500m pace.

I got 28 in around 2:50 and then Kevin got 18 more for a total of 46.

I started us off with 68 sit-ups for a total of 130. Not sure I needed a bunch more sit-ups after 150 yesterday and already having a sore core.

Memorial Day “Murph” 2013

Best day of the year to be at a CrossFit box. At Survival Fitness we beer and grill all day after doing the WOD. Great times with great friends.

“Murph”

* Break up the 100-200-300 however you like. Most everyone does 20 “Cindy” rounds, which are 5-10-15.

Last year I finished in 44:26, so I was looking to demolish that time this year. My goal was to get the runs done in a combined 16 minutes and do each “Cindy” round in under a minute, to get me a time of about 35:00.

Went out faster than planned in the first mile, running with Michelle and Kevin, taking just over 7 minutes. I did my first 10 rounds of Cindy in sub-1:00 pace, but the push-ups and squats started to slow me down in the 2nd half. Headed out the door for the run at around 31:00. About a 1/4 mile in, my back started to cramp up, which has never happened before. At that point it turned into a battle to hit sub 40. Thankfully my back eased up in the 2nd half of the mile. Then Michelle came out and sprinted the end of the run in with me for a nice push.

Finished in 39:41, a PR by over four and a half minutes! I’ll take it. My goal was pretty ambitious. Now it’s time for beer and brats!

Max Test Week

Since the 6 week squat program ended last week, it’s a good week to do some max effort lifts. In at 10am with a bigger group of folks than we’ve had lately.

I did 6 sets of 2 snatch deadlifts, using 185# with wrist straps. I really wanted to work on rising with my hips and back at the same time instead of my hips first like I tend to do in my Olympic lifts.

WOD in the Park

Survival Fitness was hosting a USAW cert this weekend so I volunteered to run some out-of-the-box WODs. Saturday was an a local park with some stuff a grabbed from the gym.

Warm-up

Jog around a football field, so probably about 300-400m.

WOD

We teamed up in 3s.

  • 30m/30m Bear crawl then lunge back (Pace setter)
  • Sandbag Get-ups
  • KB Figure 8s

The combination of bear crawls and lunges was as brutal as I expected.

Finisher

Kept the same teams and did a relay.

  • Each person did a sandbag run, sprint back, KB run, sprint back, going one-at-a-time
  • All sprint over to the sandbag and KB
  • Standing back-to-back-to-back, pass sandbag around the circle 25 times in each direction.

Went in at 10:30 to do some Olympic lifting work.

OLY

Kevin had some of his jerk blocks in, so I used them to do hang snatches and cleans. It was great work and made some progress in reaching extension, especially in the snatch.

Snatch

I did a double at 95#, 2 singles at 95#, 2 singles at 105#, 6 singles at 115#, and 3 singles at 125#. Triple extension was feeling the best it ever has. Here’s a video of one of the 125# lifts. I get too high off the ground, but everything else is a big improvement.

Clean

I did 2 doubles at 135#, 3 doubles at 155#, and then 6 singles at 175#. Didn’t feel as good as the snatches, that’s for sure. I have a bigger tendency to cave my knees in on the clean and wasn’t getting the greatest hip extension. Here’s a lift at 175#.

Really took my time on the lifts and probably spent more than an hour working them. Need to do this more often.

Headed back around 6:30pm to open gym for some extra work.

Quick little metcon to throw in a few things we haven’t worked in over a week. The pistols were brutal, especially without wearing my OLY shoes. My quads were on fire after round 1. I finished 5 complete rounds and then got 6 push-ups.

“Nancy Grace”

Went golfing and walked 18 holes yesterday for the first time since getting back from Arizona. Was nice to have a day away from the gym. Went in at 10am this morning and trained with Kevin, Monica, and Kinde.

One benchmark girl isn’t enough, right? Pretty rough on the wrists after the previous work. Did 10-5 each round on OHS and had to fight for it. All C&J were unbroken. Running got progressively slower. Finished in 20:42.

I went 20-25-25-30-35 on dips and 20-20-20-20-25 on pull-ups. The pull-ups were a real struggle today.

I stuck with 135# throughout and tried to work on some technique during the high pulls.

This was pretty brutal doing the 4 reps every minute. Not much rest time. I used 135# for the first set, then 145# for 4 sets, 155# for 3 sets, and finished with 2 sets at 165#.

Went unbroken on everything, but my running kind of sucked after the 2nd round. Finished in 12:01.
