I finished “Grace” in 4:16, which is a 54 second PR since doing it in July. Even with the much faster time it felt much easier. I did the first 7 reps unbroken then did one rep at a time dropping the bar after each rep. Didn’t take any rest time other than setting up for the next rep. With the remaining time I did 9 full rounds of “Cindy” plus 2 more pull-ups. Good workout!

I did the swings unbroken, which isn’t that tough for Russian KBS. My arms wanted to fall off and my grip was really failing in the farmer’s carry, but I held on to those DBs the entire time. Distance was probably 50m more actually because I had to carry them outside and then back in.

Recovering

I wasn’t going to go in today, but Matt posted the workout on Facebook and it wasn’t a super intense WOD, so I went in at noon. Really helped to loosen me up a bit after yesterday’s competition. Helps to recover from the hangover of last night’s Halloween party as well.

We didn’t time this because the goal was for good quality reps. I concentrated on the hollow body position and active shoulders on all of my pull-ups. Did them all strict too, which is 45 in total. The broad jumps were slow and one at a time, but a sneaky form of cardio because it’s such an explosive movement. I wont over 8 feet on every one of the jumps. For the farmer’s carry I used a 39# and 40# KB is round 1, then a 62# and 71# KB in the 2nd and 3rd rounds, switching hands at 50m each time.

WOD

  • 6 x 150m Sprint

You may rest between each sprint, but only in the plank position. As soon as you can no longer hold a plank, start running…

I liked the plank as rest here. Really tried to max out my plank each round and give my lungs as much rest as possible so that I could run hard on each sprint. It was tough getting the legs going at the start of each sprint due to all of the broad jumps taking a toll on the hips.

Mobility WOD

I did some couch stretches on the wall and then tried a shoulder capsule movement to help with my overhead position. You lay on the ground with a band attached to something out from the top of your heard. The band then goes under your arm pit and you hold a KB straight up while fighting for a good position. It doesn’t look or sound that tough, but it really works your shoulder.

Dear Cindy, I’m Moving On

It was good taking a day off yesterday. I’m feeling refreshed, yet a little tired. My leg is pretty nasty looking and by the amount of pulling I feel on the skin when I move, I think it’s going to take a long time to fully heal. The side of my head still hurts too. Going off the Vicodin today though. Went in to the 11am class.

If you know my story, you’re aware that “Cindy” and I have a bit of a history. I got my revenge on Cindy about 4 months ago when we did it with chest to deck push-ups and I managed 18+11. Today we did a normal Cindy which doesn’t have the strict push-up standard and I got 20+6. I thought I remembered setting a goal of 20 rounds by the end of the year, but seems I set the bar high with 22 rounds as my goal! I think I can get there with a little more push. The push-ups were a bigger struggle today than I remember.

I think I can finally stop obsessing over “Cindy” and move on. There are plenty of WODs in the sea.

These felt pretty easy.

Will probably get in some snatch work later today out in the garage with a couple of other people. The team competition 6 of us are doing next week had a WOD where everyone has to go for a max weight snatch and clean & jerk. I haven’t done heavy snatches since February so need to get an idea of what I can do.

Sliced Open

This morning I went to the Doctor to get a couple of sebaceous cysts removed. My head is pretty sore and I’m on some Vicodin for the pain. I can’t use any water on the 2 stitched areas for 3 days and no soap/shampoo until I go back next week to get the stitches removed. Should be interesting with working out. I already sweated a ton today. I could get pretty rank in a few days.

After resting a bit at home I went to the first Olympic Lifting class at Survival Fitness held at 6pm and then stayed after for the 7pm class. In the OLY class we worked on drilling the snatch. I’ve really been looking forward to this because I know I can use a lot of work on my technique, which is holding me back from making big gains in my numbers.

5×5 Clean High Pull

I assumed it was a 5×3 because we just did 5×5 last week. Didn’t actually read the board until before my last round. So my first 4 rounds were all 3 reps. I did 135#, 155#, 165#, 175#, and 185#.

I didn’t think this would work up so much of a sweat, but I was soaked at the end. I finished in 17:30, which was the best time of the day. I’m glad my head didn’t really hold me back. The pull-ups were the worst part of this. I was pretty much doing one at a time the entire way so that I didn’t have to tax my arms on the descending portion of the pull-up. As soon as I got my chin over the bar I let go and dropped to the ground.

Approaching Four Hundy

My lats and shoulders are pretty wore out from this week. Have been working every day since the competition on Sunday, but knew this weekend was going to be off, so wanted to push it. Went in for the 9am because I have the day off work and I’m heading up to my parents for the weekend.

5×1 Deadlift

I wasn’t expecting us to do this today, but was happy to see it. It had been about 2 months since I did a 1RM. Warmed up with 5 reps at 135# and 3 reps at 225#. Then I went 295#, 345#, and 365# which tied my PR. For the 4th set I was able to grind out 385# for a 20# PR. Made a few attempts at 395# but couldn’t get the bar moving. I’m only 15 pounds away from the 400 club!

WOD

This was supposed to be “Helen” which calls for a 400m run, but we did a shorter route, so I’m not counting it as the official benchmark. I felt really good today and finished in 7:19. This has been my best week ever on pull-ups. I did the first round unbroken, then 7+5 in round 2 and 8+4 in the last round. All of the KBS were unbroken. My best “Helen” time is
9:30, so I would have beaten that easily, probably in the high 8 minute range if we had done the extra 150m run each round.

We had about 10 minutes to work on a weakness, but it’s been a long week, so I worked on some hip mobility.

Other than Monday I felt really good all week in both my strength numbers and the WODs. In fact, I’m happy to say I crushed the WODs all week. That doesn’t usually happen, especially when pull-ups are involved. Now I’m resting for the weekend. Well, at least until Sunday at 2pm when we’re going back to Gym Jesters for some gymnastics. That’s going to be fun. Hopefully I can land a back flip this time.

Cora’s 28th

I was going to go in this morning, but my internal alarm clock was late today. I think I rolled over around 8:15am. So I went at 5:15pm instead.

Strength

5×3 Deficit Deadlifts (3″)

Warmed up with a set of 10 at 135# and then did my working sets at 205#, 245#, 295#, 315#, and 335#. Felt really good on the pulls. Last week I only did 305# for 5 reps, but knew there was more left in the tank. I’m excited to see what my 1RM is for regular deadlifts next time it comes around because it was 365# a couple of months ago. I might be close to the 400# barrier.

WOD

Today is Cora’s birthday (her and Matt own the gym) so we did a WOD in her honor. Reps are based on her birth year, age, and birth month.

I finished in 21:35. My height (leg length) was a pretty good advantage in the lunges, but I’m pretty sure I’ll be feeling those for the next few days. I could really feel the wall ball sit-ups in my upper abs even before getting through 40 reps.

It was a little tough getting out of bed this morning at 9am. My neck and back are a little off, but they did loosen up after moving around. I went in for the 11am class.

This was my first time meeting “Barbara”. She sounded like a real bitch before I got to shake her hand, but after we got to know each other a little bit, she’s an alright gal. I like workouts like this where you can have 3-5 minutes of hard work followed by a rest and then do it over again.

My goal right from the start was not to go out too fast, because I’ve done that too many times in a WOD like this one. I also didn’t want to get to the point of fatigue in my push-ups because after that it’s almost impossible to knock out any good amount of reps. I did 10 and 10 pull-ups in round 1, but then went 10-5-5 every other round. Did about 10 push-ups to start each round and then broke up the rest into smaller sets as my arms tired. Sit-ups and air squats were all unbroken except for the first round of squats. I wasn’t sure how I was going to be able to do with 50 of them so I took 2 short rests. I was feeling better than ever with my air squats so for the last 4 rounds I was able to do them unbroken. In the last round I was actually able to bang out the last 20 at an even faster pace, which felt good.

My times for each round were very consistent:

Everything within a 10 second window. I’ll take that type of consistency every time. Total time of 22:15.

Snatches and Burpees

My legs are a little sore from the back squats, thrusters, and air squats. Got up again and went to the 6am class at CrossFit Pacific Beach. Although it’s easy for me getting up because of the 3 hour time difference I’m really liking getting in my workout so early. Might have to try it when I get back home.

I did really well on the ring rows, but it’s probably because they were higher than I’d normally have them. We did some PVC work and a bit of stretching after the above warm-up. Then we did a few snatches with increasing weight to get to something comfortable to use in the WOD.

WOD #1

  • 3 Power Snatches (95#)
  • 6 Ring Dips
  • 9 Pull-ups

After each round, rest for 2 minutes.

My rep scores for the rounds were 45, 37, 35, 35, and 30. Ring dips were my biggest struggle, but I didn’t use any bands throughout the WOD. Pull-ups also got me in the last round. I think this was the first time I’ve done barbell snatches in a WOD and I really liked it.

I got back to the hotel, ready to run another day of Bootcamp for Automatticians. We warmed up with some air squats to loosen up the legs from yesterday and then did some World’s Greatest Stretches.

WOD #2

The original plan was to do 100 burpees for time with a 10:00 time limit. But only 4 people showed up today and I was pretty exhausted from the WOD at the box, so I switched it up.

I went with 10 burpees, which gives me a solid 24 seconds of work. I had everyone else base their number off when I finished in that first minute. I’m glad we didn’t do the original plan for everyone’s sake, including mine. I felt like I was really dying in the last 5 minutes, but was able to keep hitting my 24 second sweet spot.

The last time I did this I used 40#, which is Rx. Decided to step it down a bit today and try to keep intensity higher. I finished in 16:10, compared to 21:13 with the 40s. I could have got by with the 40s and probably broke 20 minutes today with them.

CrossFit Level I Certification

This weekend I was down in Columbus, OH at Rogue headquarters for the CrossFit Level I Trainer Course and Certification. What an amazing experience. Kevin and Brent from Survival Fitness also went down for the weekend. We got to learn from some of the best trainers in the world. Words cannot express what the weekend meant to mean and how much I got out of it. Do one for yourself.

We did two WODs over the weekend. On Saturday, we ended the day with:

We all know this bitch. I’m getting smarter about scaling my weight down and made the right choice here. My time was 5:36.

Then today, we did a triplet:

  • 10 MB Cleans (20#)
  • 12 Sit-ups

I completed 5 rounds plus 8 more push-ups, 10 cleans, and 1 sit-up as time expired. The MB cleans don’t seem like much but they really add up.
