Meh Monday

Went to the 9am class again. Feeling kind of blah today after the horrible performance by Manning and the Broncos last night.

Warm-up

  • PVC Burgener Warm-up
  • 2 Rounds
    • PVC pass-thrus
    • Squat Hold w/ 2s Pause
    • Rocket Ships

Strength

5×3 Back Squats in the 80-90% range

  • 10×45#
  • 5×135#
  • 3×205#
  • 3×235#
  • 3×275#
  • 3×280#
  • 3×285#
  • 3×295#
  • 1×305#

Ugh! Didn’t wear lifting shoes today, so not sure if that made a difference or just the increased heavy volume that I’m not used to.

Accessory

2 Rounds NFT

  • 30 Band Pulls (red)
  • 30 Band Good Mornings (black)
  • 30 Sit-ups

Conditioning

7:00 AMRAP

  • 3-6-9… Front Squats (115#)
  • 3-6-9… Box Jumps (24″)

Finished the round of 15 plus 10 front squats. Tried to keep a nice steady pace and not coming firing 100% out of the gate. Had too many trip ups on the box. Did unbroken front squats through 9, then 7-5, 6-5-4, and 5-5.

Worked on my bar kip for a few minutes after class. Trying to keep the legs straight and get all of the power from the hips.

60 Day Lifting Challenge – Week 8 Day 2

I’m doing the 60 Day Lifting Challenge from Columbus Weightlifting. Trained solo at 10:30 out in the garage.

Warm-up

Crossover Symmetry Activation

Muscle Snatch

  • 3x3x95#

Snatch

  • 2×100#
  • 2×120#
  • 2×140#
  • 1×150#
  • 5x1x160

Rushed the 3rd rep of 160# and missed it.

Clean & Jerk

  • 2×135#
  • 2×155#
  • 2×180#
  • 1×190#
  • 5x1x205#

Jerks felt solid today and I was still concentrating on vertical drive out of the dip.

Clean Deadlift

  • 5x2x285#

Felt strong with these today. Seemed like I was holding my back in a better position.

Good Mornings

  • 5×135#
  • 5×145#
  • 5×155#
  • 2x5x165#

Conditioning

  • 15:00 Air Dyne (AD2) @ 55-60%

For me, that’s staying around 60-65rpm. Knocked out exactly 300 calories.

Finished up with Crossover Symmetry Plyo.

60 Day Lifting Challenge – Week 2 Day 4

I’m doing the 60 Day Lifting Challenge from Columbus Weightlifting.

The first 3 days of the week beat me up. I’ve never done so many heavy reps of the lifts in a week, let alone a 3 day period. Needed the rest day yesterday and got a massage. Woke up feeling even more sore today, but seemed to loosen up a bit shoveling snow. Out in the garage by myself in the afternoon.

20131214-170620.jpg

Warm-up

  • 5:00 Air Dyne
  • PVC Pass-thrus
  • 45# Snatch Positions

I should have done more to warm-up the shoulders, because they were so tight for the jerks.

Power Snatch to Mats

  • 5x2x65#

Power Clean to Mats

  • 5x2x125#

I actually kind of like having to get on to the mats. Helps landing with a flat stable foot.

Snatch

  • 2×95#
  • 2×115#
  • 2×135#
  • 1×145#
  • 5x1x155#

Kind of a meh day with my feel. Lost stability in the hole on the 4th 155# lift after a second or two down there and bailed on it.

Clean & Jerk

  • 2×125#
  • 2×150#
  • 2×175#
  • 3x1x190#
  • 3x1x205#

The first two jerks felt horrible because my shoulders were so tight. I forgot to increase the load after the first 190# single, so just went with 3 of each instead of the prescribed 5 singles at 205#.

I started focusing on a point in front of me on both lifts (when I remembered). I have a problem of throwing my head back, especially in the snatch, and my neck has been more sore than normal the last two weeks due to the volume of reps.

Good Mornings

  • 6×135#
  • 6×155#
  • 6×175#
  • 6×195#

I like the seated version better. Last set was pretty ugly.

Not the greatest lifting day, but got the work done. This week is really hitting me hard. One more day, then rest, and hopefully a lighter week 3.

All Lifting

Went over to Kevin’s at 7pm. Legs are still pretty sore from the last few days. Warmed up with a quick 500m row.

  • 2 x 3 x 95#
  • 2 x 3 x 115#

  • 5 x 155#
  • 5 x 175#

  • 10 T2B

Rest 3:00

5:00 AMRAP

  • 10 Thrusters (95#)
  • 10 C2B Pull-ups

We paired up and just switched back and forth between movements, so maybe got a little extra rest here or there depending on the movements. I was paired up with Matt, so didn’t really get extra rest except for waiting on him on the first set or two of burpees. I did 3+12, 3+6, and 2+11. That sucked!

Finisher

Stayed after and pulled the sled with 115# total for 1/2 mile in 9:46.

Vacation Monday

Does a vacation officially start before this first week day? I never work weekends anyway. Legs are feeling a little sluggish from yesterday. Went to bed at 10 because I was exhausted from all of the sun and 3 training sessions. Still have night sweats though.

Jumped on the AD2 just after 7am.

  • 5:00 warmup
  • Reverse Tabata (8 rounds)
    • 10s Sprint
    • 20s Rest
  • 5:00 cool down

My best calories for a regular Tabata was 77 and I got 107 here, which is another one in the books confirming the AD6 is much harder to rack up calories on. Nice workout for being so quick. I really like switching up interval periods. Hopefully it pays off.

Around noon I setup for the big training session of the day.

Warm-up

  • 50m Run
  • 50m Run backwards

13.1 Redemption

Another Competition Thursday at Survival Fitness and I was not excited about the WOD since I did horrible on it, but excited that I’d get the chance to improve my score. Went to the 5pm class.

Warm-up

  • 30 Air Squats
  • 20 PVC Pass-thrus
  • 30 PVC OHS
  • Snatches

WOD

The WOD for today was CrossFit Games Open Workout 13.1, which I scored a 142 on during the Open, with a 15:52 tiebreaker at the end of the 135# snatches.

17:00 AMRAP

  • 40 Burpees
  • 30 Snatch (75#)
  • 30 Burpees
  • 30 Snatch (135#)
  • 20 Burpees
  • 30 Snatch (165#)
  • 10 Burpees
  • Max rep Snatch (210#)

I was much faster today and didn’t die as bad on the burpees, although they still sucked. I finished the 75# snatches at 5:01, which I think was about 20 seconds faster than in the Open. Was on the bar starting 135# snatches around 8:35-ish and finished them at 14:58 (I’m going to call that a 6:23 “Isabel” PR, since I still haven’t done it standalone), nearly a whole minute faster, which gave me plenty of time to got those last 20 burpees. I was extremely slow on them though and only had 18 seconds to spare. I didn’t even bother trying to put weight on the bar and try 165# because I would have just ended up hurting myself. I’m glad I was able to hit 150 reps this time and do everything a lot faster.

Strength

Second week of my squat program and front squats were on the menu. Warmed up with 5 fast reps at 115# and then had to do 5 reps each at 160#, 175#, 185#, and 200#. Solid work… not too easy and not too hard.

Garage Work

Headed over to Kevin’s place and did a bunch of hamstring and low back work.

3 Rounds (not for time)

  • 10 Reverse Hypers (120#, 170#, 190#)
  • 7 GHR
  • 5 Good Mornings (135#)
  • 20 GHD Sit-ups

Low back was already feeling a little spicy from they heavy cleans yesterday and today’s WOD, so this just lit it more. Good stuff though. Those GHR are rough and my form isn’t very good on them.

Explosive Work

Went over to Kevin’s garage tonight to work on some new explosive stuff.

Lightened Deficit Deadlifts

With a black band anchored overhead so we basically had 100% weight at the top of the lift for the lockout

  • 5 @ 295#
  • 5 @ 365#
  • 5 @ 365#
  • 5 @ 415#

The black bands gave up a lot of help at the bottom of the lift, so that we could explode up from the bottom. I used lifting straps on the last round and still almost lost the weight. Had to kind of regrip after the 3rd rep.

Then we did 50 speed 1/4 back squats with #225. You do all 50 in a row, but every other set of 10 you go up on to your tip toes, starting with the first 10. That’s a long time to have that much weight on your back and by the end of the 50 it’s really a lot.

Next we did 100 good mornings. I used 95# and broke it down into 50-20-15-15. Tough. My legs started to get wobbly after these.

To finish things off we did 5 sets of 3 kneeling jumps. The first set was just jumping up to our feet, then using a sand-filled PVC pipe to do cleans. Next I think we did a couple sets for broad jump distance and finally one set with the heavy PVC on our back and to just get back to our feet.

Barbell Complex

Up and at ’em for the 9am today. I’m sore from Saturday’s death by pull-ups and from bench pressing yesterday. We are stepping away from strength for the week to recover and confuse the body. Good timing since it’s Thanksgiving week. My cardio and endurance has been a bit lacking, so this is a good chance to kick it back up a notch.

Warm-up

21-15-9

  • Squat Jumps
  • HR Push-ups
  • Leg Raises

WOD

30:00 Partner AMRAP (alternating rounds)

  • 5 Deadlifts
  • 5 Bent Rows
  • 5 Hang Power Cleans
  • 5 Back Squats
  • 5 Good Mornings

I was paired up with Kevin and we had 115# on the bar. He had to bow out, switching to a lighter bar and slowing down around 10 minutes, so I switched to doing a round every other minute on the minute. I think I had 4 rounds in during the partner portion and then I worked the last two minutes in a row to end up with a total of 14 rounds plus 5 deadlifts, 5 bent rows, and 5 hang power cleans. It may have only been 13 full rounds because I’m not sure where we made the switch.

After the first couple of rounds I fell into a rhythm and was consistently getting 55 second rounds. I had never done a good morning in my life so that took some time getting used to. I smoked through the hang power cleans early on, but in those last few rounds it was a struggle to get that bar up. I’m left feeling sick after this WOD, that’s for sure.

Finisher

3:00 AMRAP of Burpees

I got 48 of them, with 16 in each minute I think, so pretty consistent. Not bad with only a few minutes of rest after the WOD.
