Finish with Isabel

Last night my legs felt heavy going up and down stairs. Today my upper and middle abs are sore. Went to the 4pm class.

Warm-up

9:00 EMOM (alt)

  • 2x – 3 Wall Balls + 3 Burpees
  • Row
  • 2x – 3 Snatch DL + 3 Muscle Snatch (45#)

Then I did 3×95# and 3×115# power snatches.

Conditioning

  • 5:00 AMRAP
    • Wall Ball (20#, 10′)
  • 2:00 Rest
  • 5:00 AMRAP
    • cal Row
  • 2:00 Rest
  • 5:00 AMRAP
    • Power Snatch (135#)

Started with three sets of 25 and was feeling good. Planned to go to 15s next, but got math screwed up in my head and stopped after 10 reps at 85. So then I did 15 to get to 100 and looked at the clock. Took an extra breath knowing I would have to hold on to the buzzer. Got through 17 more for 117 total wall balls. I might have been able to keep going with a fourth set of 25. Makes a big difference being 20 pounds lighter than when I last did Karen almost 2 years ago. I definitely need to clean up the height on some of my throws though.

I thought I’d be able to hold a pace better on the rower, but after starting out > 1,100 cal/hour I slowly drifted down to around 950, before picking it back up in the final minute. Racked up 83 calories.

I thought it would be pretty cool if I could do “Isabel” after the other 10 minutes of work. Even though I was seeing stars with every rep through the first five I was on a good pace through 10 reps. The weight was getting heavy, but I kept picking it back up and really tried to generate power through my hips. Definitely did singles the entire way. With about a minute remaining I realized I still had a shot, but I had to really get back on the bar after each rep in the final 40 seconds. Got number 30 with about three seconds to spare and collapsed to the floor. I immediately got the taste of blood in my mouth, which I don’t ever remember before.

230 total reps!

Accessory

3 Sets

  • 10 Romanian Deadlifts (135#)
  • 40 Glute Bridges

Fightin’

I’m pretty sore from yesterday. My hamstrings, glutes, low back (still tight), and I think my upper rhomboids are all feeling it. Went to the 4pm class.

Warm-up

8:00 EMOM

  • Row
  • Air squat
  • Row
  • Step-up
  • Row
  • Burpee
  • Row
  • Shoulder Press (45#)

Conditioning

“Fight Gone Bad” – 3 Rounds

  • Wall-balls (20#, 10′)
  • Sumo Deadlift High Pulls (75#)
  • Box Jumps (20″)
  • Push Presses (75#)
  • cal Row
  • 1:00 Rest

I got 291 (with a 24″ box) the only time I’ve done this. That day I did 109-92-90 with 32-24-23 wall balls. Today I did 106-103-96 with 28-28-27 (I think) wall balls. Never dropped the ball today. I was very slow and deliberate on the SDLHP, a dumb movement. I know I could improve my score quite a bit if I busted them out, but it’s not worth it. Too easy to injure a shoulder with this movement and especially with how tight my back has been too. I pretty much stopped and reset on the ground with every single rep. Box jumps felt good and I kept the same pace through every round. Push presses were where I racked up the most reps, but that third round got really hard. I think I got about 15 cals on the first two rows and then pushed it for 17 at the end. I’ll take the 14 rep PR for my 3rd of 2019 already!

Posterior Chain

3 Sets

  • 10 Glute Bridges
  • 15s Glute Bridge Hold
  • 10 Glute Bridges
  • 15s Glute Bridge Hold
  • 10 Glute Bridges
  • 15s Glute Bridge Hold

I wasn’t reading right and thought we only had to do 30 total reps, so I went pretty slow to start out. After I got done with the 30 and people who started before me were still going I realized my mistake. Went much faster for the other two sets but the damage had been done. My glutes were on fire! Being sore didn’t help.

12 Days WOD

Feeling beat from the week and my back is tight from more squats yesterday. Not happy about having to set an alarm to make it for the 9am class, but will be out-of-town for a few days.

Warm-up

  • 2 Rounds
    • 5 Strict Pull-ups
    • 10 Hand Release Push-ups
    • 15 Air Squats
  • 400m Row
  • 3 Rounds
    • 5 Strict Pull-ups
    • 10 Hard Release Push-ups
    • 15 Air Squats

Also did some random thrusters, cleans, snatches, and OHS with 45 and 95 pounds.

Conditioning

12 Days of Christmas (Partner)

  • 1 Thruster (135#)
  • 2 Squat Clean (135#)
  • 3 Overhead Squat (135#)
  • 4 Power Snatch (135#)
  • 5 Clean and Jerk (135#)
  • 6 Deadlifts (135#)
  • 7 Burpees
  • 8 Box Jumps (24″)
  • 9 Toes to Bar
  • 10 Kettlebell Swings (53#)
  • 11 Wall ball (30#, 10′)
  • 12 Bar Muscle-ups

The team can split the reps up however they wanted. The format follows the song, so the team is responsible for 1 thruster, then 2 cleans + 1 thruster, then 3 OHS + 2 cleans + 1 thruster, and so on.

I worked with Casey. Splitting things up in those first few rounds is a little confusing, but we fell into a pattern after round 5 I think. At that point Casey would start the new movement each round so we’d get the opposite movements we did the last round. We alternated the non-barbell work every movement. The exception was the bar muscle-up where he did 3, I did 6, and he did 3, so then I could get over to the wall ball. On the barbell, one person did the deadlifts and C&J, the next did the snatches and OHS, and back to the other who did the cleans and thruster. Worked out well and was just enough rest to be able to keep going when it was your turn to work. Took us 22:22 and today happens to be the 22nd!

Legs Wouldn’t Have Helped

Yesterday I woke up feeling beat from Monday through Wednesday, but was feeling pretty good by noon. I thought about doing some active recovery but decided to make it a complete rest day after three heavy and tough days on the back. Glad I did with more back squats today.

Warm-up

  • 1:00 Row
  • 15 Air Squats
  • 1:00 Row
  • 10/10 Spiderman Stretch
  • 1:00 Row
  • 50 Double Unders

Strength

Back Squat

  • 10×45#
  • 6×115
  • 3×165
  • 3×205
  • 3×235
  • 7x3x255

When I got to 205 pounds I could tell my legs didn’t have it today. Been a brutal week of workouts and lifting. It was programmed for 85%, which would have been about 275 based on what I’ve been lifting. The 255 was plenty for today. Live to lift another day!

Conditioning

10 Rounds

  • 25 Double Unders
  • 5 Burpees
  • 1 Legless Rope Climb (13′)

Good thing these were legless because my legs wouldn’t have provided much help. I tripped up a dub before the first rep in a round (maybe 6?) and missed once after 17 in the 7th or 8th. Burpees were deliberately paced to allow me to get right on the rope. Finished in 9:12. That was a fun one!

Off The Pace

Warm-up

4 Rounds

  • 30s Row (Easy)
  • 30s Row (Harder)

Got about 960 meters.

Strength

Back Squat

  • 10×45#
  • 6×135
  • 4×185
  • 4×225
  • 4×245
  • 6x4x265

This was programmed to be 6×4 at 80%. If last week’s 235 pounds was a real 70%, my current 1RM would be 335. So that’s what I went off. I haven’t put more than 265 on my back, which I did for a set of 5 last month, in 1.5+ years, so this was a lot of heavy reps for my Bambi legs. After the first set I knew it was going to be one hell of a push, but I made it through every set with about 2:30 rest between.

Conditioning

E90S – 15:00

  • 10 Burpees
  • 10 T2B

After the 2nd round I could feel my toes to bars going already! Those squats wiped me out and the burpees use a lot of that same hip action. I fell off the pace in the 5th round I think so then it became an AMRAP. I was able to pick it up in the final minute to get close to 10 rounds with 9+13. I was not expecting this to be so hard with how well my T2B have been the last couple of months.

Midline

50 Sit-ups

Just what my core needed after the squats and workout. haha Went slow, controlled, and reached way out on every rep.

No Shoes, No Shirt, All Service

Rested yesterday and came up to my parents’ place for the holiday. Happy Thanksgiving.

Continuing my new tradition…

“Sissy Test”

  • 25->1 Burpees
  • 1->25 Russian KBS (53#)

Went with no shoes again, which is nice for sliding on the carpet. Forgot my knee sleeves, so I wore wants, and eventually ditched the shirt. Felt much better with both movements this year. Started breaking up the swings in the last 4-5 rounds because my forearms were blowing up and the kettlebell was just getting too sweaty. Finished 4:02 faster than last year with a time fo 39:32. Feels good to earn my feast!

Ten Triples

Not feeling anything from yesterday’s workout. Mowed up the leaves in the yard around noon today. Went to the 4pm class.

Warm-up

  • 1:00 Row
  • 30s/30s Lizard Stretch
  • 1:00 Row
  • 45s Wrist Stretch
  • 1:00 Row
  • 10 Goblet Squats (44#)

Strength

Front Squat

  • 6×95#
  • 6×135
  • 10x3x165

Programmed to be at 70% so this was probably a little low considering my estimated may back squat right now would be around 300 and this would only be 70% of 235. Good enough. Supposed to be 1:00 rest between sets but I was trying to go closer to EMOM.

Conditioning

3 Rounds

  • 15 Hang Power Cleans (135#)
  • 15 Burpees

Wasn’t even going to attempt going unbroken. My goal was 9-6 each round, which I was able to do. The second and third round were a fight to hold on. I kept getting lower in the hang in order to use my legs more and not my back. Started dropping under the bar more too and slowed down the cycle rate. Burpees felt pretty good. Finished in 4:45.

Keep Pace

Yesterday had heavy deadlifts, but after back squats Sunday and squat snatches on Monday my back needed to recover. Plus it would have been 4 days in a row, so I welcomed the rest day. Went at 4pm today.

Warm-up

2 Rounds

  • 20 cal Row
  • 20 Jump Rope
  • 20 DU

Conditioning

E4M for 40:00

  • 20 cal Row
  • 15 Burpees
  • 40 DU

Two months ago we did 15 cal, 15 burpees, and 30 double unders every 3 minutes for 30:00. I killed it with all of my rounds between 1:59 and 2:02, not missing a double under. With more rest and not much more work, my goal was to push the rower a little more with > 1,400 cal/hour the whole way. If my double under were on point, I was hoping for rounds of 2:20.

I’d say my average pace on the rower was between 1,400 and 1,450 through every round. My burpees were at a nice steady pace that didn’t change much. In the 8th round I tripped on the rope before my first rep and missed at 24 reps. Every other round was unbroken.

My times were 2:10-2:13-2:15-2:11-2:13-2:13-2:12-2:17-2:13-2:11. I didn’t transition between movements well in the 3rd round and then that 8th round was obviously going to be my slowest with the DU misses. Other than that everything was within a few second window again. These workouts really force you to keep pushing your pace and the 10 round grind can get to your head.

Free For a Reason

The workout at the gym is long cardio with core cash-out, so I decided to make my own version and stay home. Out in the garage at 1pm.

Warm-up

  • 400m Ski Erg

Didn’t really plan a warm-up, but I was going to use the treadmill for the workout and when I hopped on it, it slowed right down from my weight. I guess that’s why I got it for free! Seemed like the motor might just be having a hard time keeping up under load, which could be bearings or any number of things. Will have to fix it soon so I can get in some running throughout the winter. Hopefully it’s an easy fix.

Conditioning

6 Rounds

  • 400m Ski Erg
  • 1:30 Airdyne
  • 25 Burpees

My pace on the ski erg was < 2:15 / 500m and on the Airdyne I kept pretty steady around 72 RPM, which came out to about 42 calories or 0.55 miles. My burpees felt consistent throughout and were definitely the movement that raised my heart rate the most. Finished at 31:16, which was what I was looking for over 30 minutes.

Midline

4 Rounds

  • 10 Hollow Rocks
  • 10 V-ups
  • 10 Tuck-ups
  • 10s Hollow Hold
  • 1:00 Rest

First two rounds unbroken and then 2 breaks in each of the last two rounds. Finished in 6:32.

Run Inside

Complete rest day yesterday and went to the 4pm class today.

Warm-up

  • Bottom Squat Hold
  • Dead Hang
  • Couch Stretch
  • Figure 4 Stretch
  • Line drills

Conditioning

21:00 EMOM (alt)

  • 15 Burpees
  • 15 cal Row
  • 8 Jingle Jangles (45′)

Was getting my burpees done in 41-43 seconds every round and kept my pace at about 1,400 cal/hour on the rower. Didn’t feel like running 200 meters outside (I was going to scale to 150 anyway to survive) with the weather and it turned out much nicer to run inside. 🙂

Accessory

3 Sets

  • 10/10 Bulgarian Split Squats (30# DBs)
  • 12 Strict T2B
  • 15 Strict Ring Dips

This was pretty terrible. Had a much tougher time doing multiples today for the toes to bars. I did 3×5 for every round of ring dips.
