Fifteens

Was thinking about doing “Linda” to finish out the year just like in 2015, but we weren’t up for it today and my back has been a little rough this week so would not have been the best idea. I actually didn’t even get out of bed until almost 10:30. I can’t remember the last time I was in bed past 10. Worked out with Bryan and Doug at noon. Did some bottom squat holds and shoulder stretching to warm-up.

Gymnasty

15:00 EMOM (alt)

  • 5 Strict Pull-ups
  • 7 Strict Ring Dips
  • 10 Pistols

Been a long time since doing a pistol. Always rough to get the feel for them again but then after 10 reps or so it comes back.

Conditioning

15:00 AMRAP

  • 20 T2B
  • 10 Bar-facing Burpees
  • 20 Hang Power Snatches (75#)
  • 10 Step-ups (24″)

Went much smoother than we expected. I surprised myself by being able to stick to sets of 4 toes to bars the entire way. Went 8-6-6 on the snatches and should have tried 11-9 or something like that. I figured I’d end up doing step-ups instead of box jumps and when I got to that movement in the first round it was an easy decision. Finished 3 rounds plus the T2B and burpees. Might have been able to get in one snatch, but collapsing to the ground felt like a better idea.

Feels good to be back into some kind of consistency. I think I’m going to join Bryan on the Hybrid Performance WOD program starting this week, though still finish out these last few weeks of the Thruster Attack.

Too Similar to Thrusters

Hit the late 6:30pm class.

Warm-up – 3 Sets

  • 10 Band Pulls (green)
  • 20-20 Banded Monster Walk Steps (small red)
  • 10 Burpees

Definitely warmed up after 30 burpees.

Strength – Shoulder Press

  • 6×45#
  • 6×75
  • 6×95
  • 6×105
  • 6×115
  • 6×125
  • 6×135
  • 6×140

Weak! Was starting to over-extend so I put on the belt for the last set. I could feel some fatigue from last night’s thrusters.

Conditioning

8:00 AMRAP

  • 5 Squat Clean + Push Jerk (95#)
  • 7 Pull-ups
  • 21 American KBS (44#)

I could have done them as Clusters, but I’ve been doing enough thrusters, so I stood up all the way and then did a quick push jerk. Unbroken on everything. Using the smaller kettlebell doesn’t leave enough room for my hands, especially when I already keep my pinkies outside with the 53# bell. Could feel my fingers really starting to rub, but luckily the workout was short enough I didn’t make any blisters. Finished 3+25, or 8 reps shy of 4.

Midline – 5 Sets

  • 4 Evil Wheels
  • 14 Russian Twists (44# KB)

Kept moving from one to the other.

BMU

Had sore abs after Monday. Didn’t feel the squats though. Went in for the 5:30 class but nobody else showed up so Bryan and I came up with a little workout and then I did a 2nd metcon.

Warm-up

  • Bottom Squat Hold
  • Shoulder Stretching
  • Deadlift
    • 10×45#
    • 5×135#
    • 5×185#

Conditioning

  • 21-15-9 Deadlift (225#)
  • 9-6-3 Burpee Muscle-up

Ugh. Almost started failing after 4 reps on the b-mups so I had to really concentrate on being explosive and pulling, as well as resting just enough so I wouldn’t fail. I went 12-9, 9-6, and 5-4 on the deadlifts to try to keep my heart rate down. Finished in a very slow 9:29. I think Bryan beat me by over 2 minutes. I think that was my first time doing a burpee muscle-up.

5 Rounds

  • 10 Pull-ups
  • 30 Double Unders

My goal was unbroken pull-ups and I managed. I screwed up 2 or 3 times in the 3rd set of dubs, but every other set was unbroken. Finished in 4:53.

Dead Stop

Legs are still sore. My left shoulder was feeling weird last night and today. Wonder if it’s from those close grip OHS. Went to the 5:30 class.

Warm-up – 3 Sets

  • 2 Inch Worms
  • 4 Ring Rows
  • 8 Mountain Climbers

Strength – Deadlift

  • 5×45#
  • 5×135
  • 5×205
  • 5×255
  • 5×285
  • 5×315

Wore a belt at 255 and above. Neutral grip until I used mixed for the final set.

Conditioning

3 Rounds

  • 10 Box Jumps (24″)
  • 10 Burpee Box Jumps (24″)
  • 10 Power Cleans (135#)
  • 10 Burpees over the Bar

Kept it slow and controlled. Went 6-4 every round on the cleans. Finished in 9:25.

Gymnastics Strength

4 Sets

  • Max Strict Pull-ups
  • Max Strict Ring Dips

I rested 1-1:30 between each movement. Came to a complete dead-hang stop on all of my pull-ups. Reps were 12-8-5-4 and 14-6-4-4 on the dips.

Sunday Shoulders

Rested the last couple of days after the holiday. I was still sore from thrusters until yesterday afternoon. Met up with a few people at the gym. Did a little bottom squat hold and shoulder stretching.

Strength – Bench Press

  • 10×45#
  • 8×95
  • 6×135
  • 4×165
  • 4×185
  • 4×205
  • 4×225

Been awhile since I’ve benched.

Thruster Attack – Week 3 Workout 1

3 Sets

  • 10 Rounds
    • 20s work (35#)
    • 10s rest
  • 2:30 Rest

Did 8 each 20 seconds again for a total of 240 reps. Actually feeling easier.

Conditioning

4 Rounds

  • 50 DU
  • 10 Pull-ups
  • 16 Lunges
  • 20 Push-ups
  • 25 V-ups

I messed up after 27 dubs on both of the first two sets and then did the second 2 unbroken. Went 5-5 on pull-ups, slow lunges, 9-7-4 on push-ups, and then 3 rounds of 10-9-6 v-ups with 10-5-5-5 to finish up. Took me 15:52.

Snatch Day

Will take a few days to get adjusted back to Eastern time. Little sore in some odd places today. Not as bad as I was expecting though. Out in the garage before noon and warmed up with Crossover Symmetry Activation. Day 2 of week 1 on the lifting program.

Snatch Push Press + 3 OHS (3s pause in bottom)

  • 45#
  • 75
  • 95
  • 115
  • 125
  • 135
  • 145
  • 155

Was supposed to keep it below 80% (175), which wasn’t a problem. 😉 Little shaky with my OH stability after the time away from the bar, but made all of the reps. Dropped the bar to my back trough 135, then tried with 145 but I was too wobbly and didn’t commit. Dropped it down my back and then didn’t try with 155.

Tall Power Snatch + OHS

  • 45#
  • 75
  • 85
  • 95
  • 105
  • 115
  • 125
  • 135

Yay!! Wasn’t expecting that much. Haven’t done much more than this when dropping into the squat (triple with 145 I think). Actually it was the first time doing the power variation of tall snatches. Thankful for powers to save my legs a bit while I adjust to squatting again.

Snatch Deadlift (3s pause at knee on descent)

  • 5×135#
  • 5×185
  • 5×200
  • 3x5x210

Horrible, but did the assigned %. Wore lifting straps. How did I ever snatch more than this? haha

Meant to start back on ROMWOD yesterday but it was a long day and I didn’t finish with the lawn until late. So today I’ll do a double. First 20 minute session after lunch.

Had a chiropractor appointment at 5 and then went to CrossFit Intuition.

Warm-up

2 Sets

  • 5s of StrongFit Triceps & Biceps Openers (5#)

Went light since I haven’t done them in weeks and I never really liked the 10# DB at the gym anyway.

Midline & Gymnastics

E2M – 10 Sets

  • 10 GHD Sit-ups
  • 3 Strict Pull-ups

I’m sure I’ll be sore for the next couple of days after not getting in my GHDs last week. No pain doing the pull-ups!! Finally. 🙂 They were actually really easy but I didn’t want to push it with too much volume. Patience.

Conditioning

3 Rounds

  • 30 Zeus DU
  • 10 Burpees

The heavy Zeus rope is no fucking joke! It wants to fly out of your hands and is so much more work on the shoulders and grip. My biggest set was 17 unbroken I think. Took me 4:28 to finish. I think I went 11-17-2, 8-8-8-6, and 12-12-6. Forced myself to break after the first round because missing did not feel good. I’m interested to see if this helps the shoulder fatigue that comes in to play with regular dub on large sets or if it completely messes up your rhythm.

Did an easy 5:00 cool down on an old Air Dyne someone brought in and then did Crossover Symmetry Iron Scap. Knocked out another 20:00 ROMWOD at home.

Primal Fitness

Finally made it to the CrossFit box right around the corner from the apartment where we are staying. They were the 70th affiliate in the world, so have been around. At 10am every Sunday they do a Hero workout.

primal-fitness-t.jpg

Warm-up

  • High Knees
  • Butt Kicks
  • Side Shuffle
  • 6:00 AMRAP
    • 100m Run
    • 5 Boot Strappers
    • 5 Sit-up to Straddle
    • 5 Pull-up

Their pull-up bars are a full-on fat bar. That would suck to use all the time. I did kipping pull-ups. Finished 3 rounds plus the run.

Mobility

  • Pigeon Stretch
  • Foam Roll Quads
  • Lacross Ball Pecs

Conditioning

“Loredo” – 6 Rounds

  • 24 Air Squats
  • 24 Push-ups
  • 24 Walking Lunges
  • 400m Run

Kept a solid steady pace and finished in 23:12. Had never done this one before. Push-ups were 14-10 every round and everything else unbroken.

Better By 7

Didn’t get any exercise on Saturday or Sunday since sleep was pretty poor. Central Regionals once again did not disappoint. Great weekend.

“Murph”

  • 1 Mile Run
  • 100 Pull-ups
  • 200 Push-ups
  • 300 Air Squats
  • 1 Mile Run

Partition the pull-ups, push-ups, and squats any way you like. Twenty rounds of 5-10-15 (like “Cindy”) is the way to go.

2016-memorial-day-murph.jpg

It was just under 8 minutes on the clock when I started on my first pull-ups. Was cruising along pretty good, though slower than I’d like on the air squats; I should have pushed those harder. Push-ups really surprised me though, I did every round unbroken. I guess doing all of my push-ups chest-to-deck in other training pays off when I only have to get my tricep parallel to the ground.

2016-murph-runningWith 5 rounds to go I formed a nice blood blister under my left ring finger. I had tape on the lowest knuckle to protect a rip that I got last week doing snatches and I could feel the tape bunching up at the bottom and even pulling on my skin. Probably was adjusting my grip and pulling due to that and then caused the rep. So for the final 5 rounds I only gripped the bar with my fingers so I wouldn’t bust open the blister. Popped it when I got home.

When I took off out the door my watch said 29:00 so just about 21 minutes for the 600 reps. Damn air squats! Tried to settle down my breathing but kept a pretty decent pace through the first 800 meters. Fell off in that next quarter-mile and saw I really needed to push it on the last 400 meters to beat my 37:18 from last year. Made it by 7 seconds but that kick really hurt. So a new PR with 37:11. I had been working so hard all year to lean out and what do I do but gain about 3 pounds over the weekend. LOL

I actually was feeling fine all day after Murph, but played a ton of Slammo, so I’m sure I’ll feel all kinds of sore from that. I love that game though. So much fun! Got some hella sun today too.

Knocked out a much-needed 45 minute ROMWOD after not doing any for 3 days.

“Cindy” Cycles

Walked 18 holes yesterday and did a long ROMWOD. I think I was feeling those Bulgarian Split Squats in my legs and hips.

Out in the garage today before lunch to get in some work I missed yesterday at the gym.

Warm-up

  • Crossover Symmetry Activation
  • 3 Sets
    • 1:00 Air Dyne
    • 10 OHS (45#, close grip)

Amazing how much easier those close grip overhead squats get after the initial set. My shoulders really open up.

Conditioning

6 Cycles

  • 3:00 AMRAP – “Cindy”
    • 5 Pull-ups
    • 10 Push-ups
    • 15 Air Squats
  • 1:30 Rest

6-cindy-3min-cyclesEach cycle starts fresh with the pull-ups.

Still no butterfly pull-ups for me so all regular kips. All go in the first 3 minutes with quick squat cycling. Squats slowed a bit in cycle 2, and then push-ups also started to slow mid 3rd cycle. Scores were 4+5, 4+1, 3+26, 3+17, 3+15, and 3+15. Comes to a total of 126 pull-ups, 240 push-ups, and 313 squats. #volume

I got a little blood blister on my left hand near the crease of the pinky and it popped. Didn’t even noticed until a rest period when I felt blood dripping down my fingers. Was no issue continuing since it wasn’t a rip and wasn’t going to get any worse; just meant I kept leaving blood on the bar. Whoops!

Strength

E2M – 6 Sets

  • 11 RDL (185#, standing on 55# competition plates)

My back was feeling pretty tight after these so decided to skip the GHD work I had planned. I’ll get in some midline tomorrow. That was enough reps for one day anyway!

ROMWOD tonight.
