Old School Sundays

Sundays at Survival Fitness have turned into old school days, back to before we had any good barbells. There were 23 people in class today! I was read to go after only back squats Friday and no workout yesterday.

Midline

8 Rounds – Tabata Mash-up

I’m not sure why, but even the first round of hollow rocks was killing me. I would only get 4-5 rocks in at a time and eventually had to switch to doing them with my hands at my sides so that I wasn’t resting most of the 20 seconds. Everyone was complaining about the ab wheels, but I could have done those all day long.

  • 250m Run
  • 120m Waiter’s Walk (35# DB OH)
  • 30 1-Arm DB Snatch (alternating, 35# DB)

There was no way in hell I was going to attempt this with the 45# DB. Single-arm snatches may have been what caused my shoulder impingement to begin with. The 35# DB allowed me to go unbroken each round. I switched arms each quarter of the way on the waiter’s walk so that I didn’t fatigue the shoulders too much. Finished in 23:37.

Did some shoulder stretching and a squat hold after class. When I got home I made sure to get in the Crossover Symmetry Recovery after that one. Stepped up to my normal light band for the 90/90 which is the one move that I had to go lighter on because of pain, so things continue to move in the right direction.

My third year doing this with Survival Fitness. I was in the 9am heat.

Definitely no weight vest for me. I don’t need to make a 40 minute workout any harder than it is. 😉 I wanted to go out conservative on the first mile this year and I sure did that. It was about an 8:20, but allowed me to get right into the middle part of the workout. Instead of going with 20 rounds of 5-10-15, I decided to go 4-8-12 this year for 25 rounds. I always die on the push-ups and that seems to allow me to continue through them. Headed out the door for the 2nd mile at 31:17, so I need to run the same pace as my first mile to beat my time from last year of 39:41. Ended up running a 9 minute mile to finish at 40:17, but I’ll take it since I haven’t been doing a lot of conditioning and recently started working my upper body again.

My knees are looking forward to the end of Smolov! Out in the garage around 9:30 by myself for week 3 day 2.

Damnit! On the 5th rep in the last set I didn’t even attempt to bounce out. I went down into the squat and just sat there. Good thing I was inside the squat rack for an easy dismount. I stripped the weights, got the bar racked, reloaded it and did a set of 3 for an extra rep. Two more days to go and they look terrible.

I did a set of 20×40# DB pullovers after to stretch out my chest. All of the heavy breathing really works those muscles.

Showered up and headed to Survival Fitness for Sunday Fun Day.

Started to feel that burn at the top of the pyramid. Used to do ab circuits like this all the time at SF. Back squats are paying off in many ways because I was the first one done by a mile.

Didn’t try to keep up with people who took off hot on the first lap. Figured I could reel them in over the workout by channeling my inner Rich Froning. I never stopped during any round of burpees and that was a difference maker. Controlled and steady. Running fell off in the last 2 rounds, but I haven’t been doing much cardio, so I’m ok with it. Finished at 19:59.

Lower Body Beatdown

Legs, butt, and abs are a little sore from the squats. Chest still sore from a couple of days ago. Back to the 9am class this morning.

Conditioning

I’d only done this one with 85# before and it took me exactly 15 minutes. Wasn’t sure how it would go today since I haven’t done any OHS in 3 months. My goal was to finish every round of OHS unbroken, but I couldn’t keep it stable in the last round and lost the bar during my 12th rep. Took me 16:58 to finish. My legs have really been taking a beating lately.

Did CS Recovery when I got home.

Get Outside

My adductors have been sore since Sunday when I did a bunch of snatch deadlift work and back squats. Calves feeling it a bit today from the 200 box jumps. Did CS Activation before heading to 9am.

I started dying on the round of 6 cleans. Finished in 16:50.

Couple more squat holds of 3 and 5 minutes. Some butterfly hip stretching, 2x :30 of shoulder box stretch. Did CS Recovery when I got home.

Shoulder Depression

My shoulder has not been the greatest yesterday or today. So sick of it!

Did power cleans instead of 95# snatches. Paced the first set too much by going 6-5-5-5, then went 8-7-6 the last two sets without much of a problem. Tried to push a little extra on the last run. Finished in 10:43.

After class I did a 3:00 bottom squat hold.

Throughout the day I did more bottom squat holds: 3:00, 2:00, 3:00.

After an adjustment and laser therapy I hit up some work in the garage. My supraspinatus is aggravated again, so probably why the last two days I’ve been feeling the shoulder.

Planned to go for 20:00 but my back was starting to feel iffy and didn’t want to push it after deadlifting this morning. Those 320 dubs bring me to 1,026 for week 3, so already over my mark, but I want to keep getting more than the previous week, so it’ll be 1,300+. I was feeling a little weak in the jumps with the rope today and after sitting down I’m feeling my calves. I wouldn’t think that bit of running today would have done anything, but maybe the bottom squat holds are to blame.

Sunday Morning Run

After drinking my coffee I had the bright idea to go out for an active recovery run. Turned out to be depressing to realize how fucking slow I am now. I ran 3.28 miles in 36:28. I’m not sure I’ve ever run that slow. I really need to get my weight back under 190#. Sure it’s supposed to be kind of slow for active recovery but this was slow and felt hard. Also walked 0.54 miles to cool down. Nice morning for a run though.

Test Tuesday

My low back has never been so sore. Has to mostly be from the deadlifts on Sunday, but I don’t think the middle portion of that back squat PR yesterday helped either.

I haven’t worked on my cleans since the pretzel incident so I’m not mentally ready to go chasing a full clean PR, but the 245# power clean felt good. My feet didn’t even have to go super wide to receive it, which often happens with a heavy power clean. Wasn’t expecting that lift going into today.

2:00 of Pendlay Rows

I did 29×135#. The test was for muscle-ups but I can’t do those with my shoulder.

2 Mile Run

I was really hoping to be somewhere close to 14:00, which is lofty goal for a first run of the year and carrying this much weight on my frame. I ran 15:58. Yuck!

MAX Broad Jump

We got 3 attempts. I went 108.5″ and then got 115.75″ on the next two.

Back Felt Good with Deadlifts

Went over to Survival Fitness Bay City for open gym at 4. Legs are sore from getting back into squatting.

Did some reps with 65#, 95#, 135#, and 185#. Getting better with the positions. If I keep at it, hopefully it’ll be automatic when I can get back to the lifts.

I really need to work on some running intervals. First run felt good, but when my heart rate shoots up I just can’t hold a pace. Was able to speed through the last round of burpee box jumps at a good pace though. Finished in 14:25.

I walked 400m to cool down and took a few more minutes of rest.

300 DU – Took me 6:13! Not very good.

Costa Rica Tuesday

Went for a long walk on the beach yesterday afternoon, but that’s about it the last two days. Weather us beautiful here!

Was up early this morning and went for a 30 minute run of about 2.5 miles. Really hilly in this area.

After a post-lunch nap I hit the fitness center. Did 30:00 of bike hill intervals with a 5:00 cool down. I also did 5 rounds of 1:00 plank with 1:00 rest between. Need to do long planks more often because 30 seconds ain’t shit; the benefits come after you start shaking.
