Starting CrossFit Over Again

Woke up earlier than usual today so I could hit up the 9am class at Survival Fitness. First class in 2 months and my conditioning is in rough shape!

Warm-up

Just slow burpees to get warmed up. I think I 4 each round.

My lungs! I’m definitely out of shape when it comes to moving weight. The Rx was 135# but I don’t even know if I can do one SDHP with that weight and it would have taken so much longer than the 6:00 goal. I finished in 6:36.

Gymnastics

Worked on handstand holds against the wall a bit. Tried to pull my feel off the wall for a few seconds at a time.

I’m going to start working at the standing desk in my office again today, slowly building up more time each day.

Went out to the garage around 4pm.

Conditioning

On the Air Dyne (AD2):

60 Day Lifting Challenge – Week 7 Day 2

I’m doing the 60 Day Lifting Challenge from Columbus Weightlifting. Since it’s a light week and it looks like next week might be MAX test week, I’m making a lot of adjustments to the program this week to prepare for some solid rest heading into Monday. Lifted by myself around 10:45.

Warm-up

  • Crossover Symmetry Activation

    • 10s L-sit on parallettes
    • 4 Turkish Get-ups (alternating, 53# KB)

Not sure I’ve ever done TGU that heavy and surely not for that many reps.

Snatch from Below Knee

  • 2×100#
  • 2×120#

Went 2/5 with 160#. Ugh! It was too far forward or I wasn’t dropping under enough for the force I was putting on the bar. They were all plenty high enough, that’s for sure. I definitely rush more and concentrate less when I snatch alone. Need to fix that. I focused on the last rep and it was solid.

Clean from Below Knee

  • 2×135#
  • 2×155#
  • 2×180#
  • 1×190#
  • 5x1x205#

Cleans felt good. I never really am in risk of missing, but for a few attempts in the program where I tried something new and was thinking too much. Goes to show much more I should be able to clean I hope.

Clean Deadlift

Kind of odd to only do 2 sets of 2. Must be a reason for it though.

Conditioning

I kept the RPM around 90. Went a full 1:00 on the last round and finished with 256 calories.

60 Day Lifting Challenge – Week 1 Day 4

I’m doing the 60 Day Lifting Challenge from Columbus Weightlifting. Lighter volume today. Went out to the garage by myself around 11am. Took me about an hour to finish.

Trying to work these a little faster and get a little more violent with the hip action. Only got the first 3 sets on video.

As I was finishing up my lifts, UPS Freight came with my jerk blocks and the rack/cage. Just in time for jerk balances and jerks on Sunday! I’ll be waiting until doing some work on the garage before setting up the rack, but I’m excited!

Olympic Lifting

15:00

  • Work up to a MAX muscle clean & push jerk for the day

We started with a PVC and worked our way up to a MAX muscle clean and push jerk for the day. This also served as our warm-up. I got up to 175# and stopped there because the clean was a struggle to get up the last bit without dropping under it. Felt like I was hitting higher on my legs just due to my snatch work.

Gymnastics

I finished with about 10 seconds left.

WOD

I went extra today and threw up to 11′ since we have to in the competition on Sunday. Good WOD. Did the KBS 30-20 to save my hands from ripping and prevent hitting the red line. Did all of the wall balls unbroken and finished 4+36.

The Road Back

I made it through 2 naps today without any sweats, so figured I could get back in the gym. Went it at 8pm for open gym.

Strength

Warmed up with 5 deadlifts at 135#, 5 Pendlay rows at 115#, 5 deadlifts at 225#, 5 Pendlay rows at 135#, and 3 deadlifts at 315#.

  • Evens: 5 Pendlay Rows

The plan was to use 85% of 1RM for the deadlifts, so I threw 385# on the bar and used 145# for the Pendlay Rows. Got through the first round and the first deadlift of round 2, but had to drop weight. Went down to 345# the rest of the way, which was plenty hard enough. I need to get back into deadlifting more. Being sick has some to do with being weak, but my body just isn’t used to the weight either.

Was looking forward to a big jump here too. Was warmed up from the front squats so went right into singles. I did 135#, 155#, 175# (PR), 185# (PR), and 200# (PR). Another 35# PR! Hell yeah!

  • Rest with whatever time is left

I did it Rx the first round, but had to drop to 5 C2B for the last 4 rounds so that I could get about 20 seconds of rest. Pretty tough one. The thrusters really sucked after I had done so much heavy squatting.

Finisher

Accumulate 2:00 of Ring L-sits. Each break, do 5 burpees. I held my knees up l-sits for 40-30-20-17-13 seconds each so did 20 burpees. I think it took me 5:38 to get this done.

This happened to be my 500th post on this training blog, so I had to make it an epic day right?

“Nancy Grace”

Went golfing and walked 18 holes yesterday for the first time since getting back from Arizona. Was nice to have a day away from the gym. Went in at 10am this morning and trained with Kevin, Monica, and Kinde.

One benchmark girl isn’t enough, right? Pretty rough on the wrists after the previous work. Did 10-5 each round on OHS and had to fight for it. All C&J were unbroken. Running got progressively slower. Finished in 20:42.

Squats & Presses

My body is feeling a little beat up today, but planned to rest tomorrow anyway, so might as well hit it hard. Matt, Cora, Kevin, and I trained at 10:30am.

Strength

Second week of the squat program, so while everyone did the 5 sets of 3 back squats around 90%, I did 4 sets of 8 with increasing weight.

  • Evens: 3 Back Squats (90% of 1RM)
  • Odds: 3 Shoulder Presses (90% of 1RM)

I did my first 3 sets of back squats on time, took off the 4th round of back squats to rest for my heaviest set, and finished it on the 5th round. I had to do 8 reps each set, using 185, 205, 220, and 235. Pretty rough. On shoulder presses, 90% calls for 145#, but I don’t think that would be possible for me, so I used 135# for the first 4 sets and 140# for my final set.

Strength WOD

This one comes from some of the CrossFit Level 1 Seminar Staff. They absolutely crushed it. I think Khalipa did it in 4:17.

For time:

Rx is 115/75 for this one. My time was 14:03. Great barbell work there.

I completed 7 full rounds, 10 jingle jangles, 10 v-ups, and 1 push-up for 7+21.

I did knee tuck sits each round.

Took us about an hour and 40 minutes to complete everything today. I have a feeling the legs are going to be wrecked for a couple of days.

Training for the 2013 CrossFit Games Open

Worked out at 10:30 this morning with Cora, Matt, and Kevin. First day of training for the 2014 CrossFit Games Open. 🙂 I’ll have a post up in the next couple of days detailing how I did in the 2013 Open and what I learned about myself.

I warmed up with 20 cal on the Air Dyne and then worked up with some lighter weights on the back squat and shoulder press.

I’m starting a 6 week squat program where I’ll be doing back squats once a week and front squats once a week. It’s a volume program I got off of Burgener’s site. They all did 5×5 Back Squats at 80%, but I had 3 sets of 10, so my timing wasn’t exactly every minute on the minute since I had the 2nd and 4th round of back squats off, but my rounds were longer too because of higher reps.

Strength

  • Back Squats: 10 @ 60% (185#), 10 @ 65% (205#), 10 @ 70% (220#)
  • 5×5 Shoulder Press @ 80% of 1RM (125#)

Really tough work with those reps at the percentages. I was out of breath after 10 reps of 220# and 125# was perfect for the shoulder presses.

WOD #1

5:00 Partner AMRAP

  • 21 cal Air Dyne
  • Wall Balls (20# MB, 10′ target) until partner is done

I worked with Matt. We got 95 calories and 114 wall balls.

WOD #2

5:00 AMRAP

  • Box Jumps (24″) with 5 unbroken C2B EMOTM starting at 1:00 (so 4 sets of them)

I didn’t rebound my box jumps until the last 20 seconds or so because I figured I’d be smoked after the previous work and with a long 5 minutes. I think I went 20-13-14-14-19 during each minute for a total of 80. I should have rebounded from the beginning.

Core

  • 20s MAX OHS (95#)
  • 20s Ring L-sit

I got 8-9-8-9-9 on my OHS. Lost balance with 4 or 5 seconds left in that third round and had to bump the bar, so missed out on another rep or two there. The OHS felt really good today though.

Pacing Burpees

Back of my thighs are sore from all those back squats still. The box is closed since it’s Friday and I’m going to rest tomorrow to do Open WOD 13.1 on Sunday. Figured I would get in a little home work.

Did a trial run of 40 burpees to a 6″ target as a slow and steady pace, so I could get used to it for the 13.1. I couple of weeks ago I did 50 of these all out in 2:39 and was dead for like a half hour. I did the trial run in about 2:50, which I think turned out to be pretty solid. I was breathing heavy, but not dying. Started out at about 4 seconds per burpee, but slowed down in the half. Good overall rhythm.

  • 20 Air Squats

I didn’t time it since my goal was quality movements and trying to do everything unbroken. I probably rested 2-3 minutes after each round, except for a quick turnover into round 5. Everything was done unbroken. For the l-sits I put two chairs together and help myself up, with knees bent and above parallel for all 20 seconds.
